You can estimate your body fat percentage at home with a tape measure and a simple formula, or get a precise reading from a professional scan that typically costs $40 to $300. The method you choose depends on whether you need a rough benchmark or detailed data. Here’s how each option works, what it costs, and how accurate it is.
The Tape Measure Method
The quickest way to estimate body fat at home is the U.S. Navy formula, which uses circumference measurements and your height. You need a flexible tape measure and about five minutes.
For men, measure two sites: your neck at its narrowest point just below the Adam’s apple, and your waist at its narrowest point above the hip bones (for most men, this is at the navel). For women, measure three sites: the same neck location, your waist, and your hips at the widest point of the buttocks with feet together.
The formulas use logarithmic math, so doing them by hand is tedious. Dozens of free online calculators let you plug in your measurements and get a result instantly. Search “Navy body fat calculator” and you’ll find several. The accuracy is within about 3 to 4 percentage points of lab-grade methods for most people, which is good enough to track trends over time. The main limitation is that circumference measurements can’t distinguish between deep abdominal fat and the fat just under your skin.
Smart Scales and Handheld Devices
Body composition scales and handheld analyzers use a technology called bioelectrical impedance analysis (BIA). They send a tiny electrical current through your body and estimate fat mass based on how easily the current passes through different tissues. These devices range from $20 bathroom scales to $200 consumer models.
The biggest problem with BIA is that hydration throws off the reading significantly. Drinking water before stepping on the scale can make your body fat appear lower than it is, while dehydration inflates the number. One controlled trial found that drinking different fluids caused statistically significant shifts in reported body fat mass, skeletal muscle mass, and body water readings. Even a glass of water changed the results enough to matter.
If you use a BIA scale, consistency is more important than any single reading. Measure yourself at the same time each day, ideally first thing in the morning before eating or drinking. Avoid measuring after a workout, since exercise redistributes fluid in your body and skews the results. The absolute number on the screen may be off by 5 or more percentage points compared to a lab scan, but if you measure under identical conditions each time, the trend line is still useful.
Skinfold Calipers
Skinfold testing involves pinching folds of skin and fat at specific sites on your body, then measuring the thickness with calipers. A common protocol, the Jackson-Pollock 3-site method, measures different locations depending on sex. For men: a diagonal fold on the chest halfway between the armpit crease and the nipple, a vertical fold about two centimeters to the side of the navel, and a vertical fold on the front of the thigh midway between the hip and knee. For women: the back of the upper arm (triceps), above the hip bone, and the same thigh location as men.
You can buy calipers for $10 to $30, but the accuracy depends almost entirely on technique. A trained professional using calipers can get within 3 percentage points of a lab scan. Doing it yourself, especially at hard-to-reach sites like the chest or triceps, introduces enough error that the results become unreliable. If you go this route, having a partner help or visiting a personal trainer who’s practiced the method makes a real difference.
DEXA Scans
Dual-energy X-ray absorptiometry (DEXA) is widely considered the gold standard for body composition testing. The scan takes about 10 minutes. You lie on a table while a low-dose X-ray arm passes over your body, differentiating between bone mineral, lean mass, and fat mass.
What makes DEXA valuable is the detail. Beyond total body fat percentage, a DEXA report breaks down visceral fat (the deep abdominal fat surrounding your organs), fat mass index relative to your height, fat-free mass index, estimated skeletal muscle mass, and bone density with age-matched scores. That visceral fat number is especially worth knowing: research links excess visceral fat to higher risk of cardiovascular disease, diabetes, and high cholesterol, and it behaves differently from the fat under your skin. It’s also, notably, easier to lose than subcutaneous fat.
DEXA scans for body composition cost $40 to $300 depending on the facility. Wellness centers and mobile scan providers tend to charge $65 to $200, while hospital-based facilities run $150 to $400 before insurance. Insurance typically covers DEXA for bone density screening but not for body composition alone. Many cities now have dedicated body composition clinics that offer DEXA alongside other metrics.
The BOD POD
Air displacement plethysmography, marketed as the BOD POD, measures body composition by calculating how much air your body displaces inside a sealed chamber. You sit inside a pod-shaped capsule for two to three 50-second testing periods, and the whole appointment takes about 30 minutes, with the actual test finishing in roughly 10.
Preparation matters more here than with other methods. You need to wear minimal, form-fitting clothing like compression shorts and a sports bra or swim briefs, plus a swim cap to compress air trapped in your hair. All jewelry and glasses come off. You should avoid eating, drinking coffee, or exercising for four to five hours before the test, skip vigorous weight training for 12 hours, and avoid alcohol and smoking for at least two hours.
BOD POD accuracy is comparable to DEXA for total body fat percentage, though it doesn’t provide the regional breakdown or visceral fat data that DEXA does. It’s available at universities, sports medicine clinics, and some fitness centers, typically for $40 to $75 per session.
What the Numbers Mean
Once you have a body fat percentage, you need context. A 2025 study using data from a large U.S. national survey defined overweight as at least 25% body fat for men and 36% for women. Obesity thresholds were 30% for men and 42% for women. These cutoffs are based on body fat rather than BMI, which only accounts for total weight relative to height and can’t tell whether that weight is muscle or fat.
Below those thresholds, ranges vary by fitness level and age. Competitive athletes typically carry 6 to 13% body fat (men) or 14 to 20% (women). Fit, active people who aren’t competing usually fall in the 14 to 17% range for men and 21 to 24% for women. Body fat also naturally increases with age, so a 50-year-old at 22% body fat (male) is in a different health position than a 25-year-old at the same number.
The most important thing isn’t hitting an exact percentage. It’s understanding where your fat is stored and whether it’s changing over time. A DEXA scan revealing high visceral fat in someone with a “normal” overall percentage is more actionable than a low total number with no regional detail. If you’re choosing a method primarily for health insight rather than fitness tracking, that regional breakdown is worth the cost of a professional scan at least once.
