Many common foods contain compounds that actively reduce inflammation in the body. Fatty fish, berries, leafy greens, olive oil, nuts, and spices like turmeric all have measurable effects on the chemical signals that drive chronic inflammation. The best part: you don’t need supplements or exotic ingredients. A few consistent shifts in what you eat can lower key inflammatory markers over weeks to months.
Fatty Fish and Omega-3s
Salmon, mackerel, sardines, and herring are the most potent anti-inflammatory foods available. They’re rich in two omega-3 fatty acids, EPA and DHA, that work by shifting your body’s internal chemistry away from inflammation. When EPA and DHA levels rise in your cells, they compete with another fatty acid that promotes inflammation, effectively tipping the balance toward a calmer immune response.
The amounts used in clinical trials give a sense of the target: studies on inflammatory joint conditions typically use around 2 grams of EPA and 1.2 grams of DHA daily for 12 to 16 weeks. You don’t necessarily need that much for general health, but it puts the goal in perspective. Two to three servings of fatty fish per week is the standard dietary recommendation. If you rarely eat fish, canned sardines and frozen salmon fillets are affordable, low-effort options that deliver the same omega-3 profile as fresh.
One note on balance: very high doses (above roughly 1.5 grams combined EPA and DHA daily for extended periods) can suppress immune function by dampening inflammatory responses too aggressively. For most people eating whole foods rather than mega-dosing supplements, this isn’t a concern.
Berries and Dark-Colored Fruits
Blueberries, blackberries, strawberries, and cherries get their deep color from anthocyanins, a class of plant compounds that directly interfere with one of the body’s central inflammation switches. This switch, called NF-kB, controls the production of dozens of inflammatory signals. When anthocyanins block it, the downstream effects are significant.
In a study of healthy adults who took concentrated anthocyanins daily, several key inflammatory markers dropped substantially: one chemokine fell by 45%, and two cytokines that amplify allergic and inflammatory responses dropped by 60% and 38% from baseline. The placebo group saw minimal changes. Lab studies confirm that anthocyanins suppress a broad range of inflammatory molecules, including IL-6, TNF-alpha, and IL-1 beta, which are the same targets that anti-inflammatory drugs aim at.
Fresh or frozen berries both work. Freezing preserves anthocyanin content well. A daily cup of mixed berries is a reasonable target, though even smaller amounts contribute. Tart cherries and pomegranates share similar compounds and effects.
Extra Virgin Olive Oil
Extra virgin olive oil contains a compound called oleocanthal that works through the same biochemical pathway as ibuprofen. Both inhibit the COX-1 and COX-2 enzymes responsible for producing inflammatory signals from arachidonic acid. Oleocanthal is actually more balanced in its effects: ibuprofen is far more potent against COX-1 but relatively weak against COX-2, while oleocanthal inhibits both enzymes at similar concentrations. That throat-stinging sensation you notice with high-quality olive oil is oleocanthal at work.
The key distinction is “extra virgin.” Refined olive oils lose most of their oleocanthal during processing. A stronger peppery bite in the oil generally signals higher oleocanthal content. Using two to three tablespoons daily as your primary cooking and dressing fat is the approach most associated with anti-inflammatory benefits in Mediterranean diet research. Drizzling it on food after cooking preserves more of the active compounds than high-heat frying.
Cruciferous Vegetables
Broccoli, Brussels sprouts, cauliflower, kale, and cabbage all produce a compound called sulforaphane when you chew or chop them. Sulforaphane targets the same NF-kB inflammation pathway that anthocyanins block, but through a different mechanism: it physically interacts with the proteins that activate NF-kB, preventing them from turning on inflammatory gene expression. This reduces production of pro-inflammatory cytokines and oxidative stress markers.
Broccoli and broccoli sprouts contain the highest concentrations. Raw or lightly steamed is better than boiled, since the enzyme that creates sulforaphane is heat-sensitive. If you prefer cooked broccoli, adding a small amount of raw cruciferous food to the same meal (a handful of radish or raw broccoli sprouts on top of a stir-fry, for instance) can restore the enzyme activity needed to generate sulforaphane from the cooked vegetables.
Turmeric and Ginger
Turmeric’s active compound, curcumin, is one of the most studied anti-inflammatory substances in food. It blocks multiple inflammatory pathways simultaneously, which is why it shows up in research on joint pain, metabolic syndrome, and gut inflammation. The challenge is absorption: curcumin on its own is poorly absorbed from the digestive tract.
Black pepper changes the equation dramatically. Piperine, the compound that gives black pepper its bite, increases curcumin absorption by up to 2,000% in humans. That’s not a typo. Even lab studies on intestinal cells show a 2.5-fold increase in curcumin uptake when piperine is present. Pairing turmeric with black pepper and a source of fat (olive oil, coconut milk, or avocado) is the most practical way to get meaningful anti-inflammatory effects from cooking with the spice.
Ginger shares some of curcumin’s anti-inflammatory mechanisms, though it’s less studied. Fresh ginger in cooking, smoothies, or tea contributes complementary compounds that reduce inflammatory signaling.
Whole Grains Over Refined Grains
Swapping refined grains for whole grains is one of the simplest anti-inflammatory changes you can make. In a large study of women with diabetes, those who ate the most cereal fiber had C-reactive protein levels 18% lower than those who ate the least. CRP is one of the most widely used blood markers for systemic inflammation. TNF receptor levels, another inflammation marker, were 8% lower in the highest fiber group.
Both whole grains and bran specifically showed significant downward trends in CRP. The fiber itself appears to be the active component, feeding beneficial gut bacteria that produce short-chain fatty acids with anti-inflammatory properties. Brown rice, oats, quinoa, barley, and whole wheat bread all count. The swap matters more than the specific grain: replacing white bread, white rice, and refined pasta with whole-grain versions shifts your baseline inflammation levels over time.
Nuts and Seeds
Walnuts stand out among nuts because they’re the richest source of alpha-linolenic acid (ALA), a plant-based omega-3 fatty acid. While ALA isn’t as potent as the EPA and DHA in fish, your body converts a small percentage of it into those more active forms. Almonds, hazelnuts, and pecans contribute vitamin E and polyphenols that support antioxidant defenses against inflammatory damage.
Chia seeds and flaxseeds are the highest plant sources of ALA, with flaxseeds delivering about 2.3 grams per tablespoon. Ground flaxseed is better absorbed than whole. A small daily handful of mixed nuts (roughly one ounce) or a tablespoon of ground flaxseed added to oatmeal, yogurt, or smoothies provides a consistent anti-inflammatory contribution without excessive calories.
Leafy Greens and Green Tea
Spinach, Swiss chard, and collard greens are dense in polyphenols, carotenoids, and vitamin K, all of which modulate inflammatory pathways. Dark leafy greens also supply magnesium, a mineral that plays a direct role in regulating inflammatory responses. Low magnesium levels are consistently linked to elevated CRP.
Green tea delivers a concentrated dose of catechins, particularly one called EGCG, that inhibits inflammatory enzyme activity and reduces oxidative stress. Two to three cups daily is the range most commonly associated with measurable benefits in population studies.
Foods That Work Against You
What you remove from your diet matters as much as what you add. Refined fructose, the kind found in soft drinks, sweetened juices, and processed snacks, is a particularly effective driver of inflammation. Unlike glucose, fructose is processed almost entirely by the liver with no rate limit, which floods the organ with raw material for fat production. This triggers a chain reaction: elevated triglycerides, uric acid buildup, increased oxidative stress, and higher inflammatory markers. In one study, healthy subjects who consumed fructose with a meal saw significant spikes in IL-6, a major inflammatory cytokine.
Trans fats (still present in some processed baked goods and fried foods despite partial bans), excess refined vegetable oils high in omega-6 fatty acids, and heavily processed meats all promote inflammatory signaling. Reducing these while increasing the foods above creates a compounding effect, lowering your inflammatory baseline from both directions simultaneously.
