There are at least eight common forms of magnesium supplements, and they are not interchangeable. Each type pairs magnesium with a different compound, which affects how well your body absorbs it, how it feels on your stomach, and what it’s most useful for. The form you choose matters more than most supplement labels suggest.
Most adults need between 310 and 420 mg of magnesium per day, depending on age and sex. The upper limit for supplemental magnesium (on top of what you get from food) is 350 mg per day for adults. Beyond that, digestive side effects become increasingly likely. Here’s what separates each form and how to match one to your needs.
Magnesium Glycinate
Magnesium glycinate pairs magnesium with glycine, an amino acid. It’s one of the gentlest forms on the digestive system, making it a solid choice if other types of magnesium have given you loose stools or cramping. This is the form most commonly marketed for sleep, relaxation, and mood support.
The connection to mood has a plausible biological basis: magnesium is necessary for producing serotonin, a neurotransmitter that influences mental health and mood. It also affects brain chemistry in ways that may play a role in depression. That said, Mayo Clinic notes that while magnesium is often marketed for relaxation, sleep, and mood, these benefits haven’t been proven in human studies. The glycine component may contribute a mild calming effect of its own, but the primary advantage of this form is tolerability rather than superior absorption.
Magnesium Citrate
Magnesium citrate is one of the most widely available and well-absorbed forms. A randomized trial published in the Journal of the American Heart Association found that magnesium citrate has slightly higher bioavailability than magnesium oxide or magnesium sulfate, based on how much magnesium showed up in participants’ urine over 24 hours.
This form also has a well-known laxative effect. At higher doses, it draws water into the intestines, which softens stool and stimulates bowel movements. It’s sold both as a daily supplement (in capsules) and as a liquid oral solution used specifically for constipation relief. If you’re not dealing with constipation, the laxative effect can be an unwelcome side effect, especially at doses above 300 mg. If you are, it pulls double duty.
Magnesium Oxide
Magnesium oxide contains the highest percentage of elemental magnesium by weight, around 60%, compared to roughly 16% for magnesium citrate. That means a smaller pill can deliver more magnesium on paper. The catch is that your body doesn’t absorb it as efficiently. Studies have found that organic forms like citrate are generally better absorbed, though one meta-analysis showed that magnesium oxide actually produced a greater increase in circulating blood magnesium levels than organic forms.
In practice, magnesium oxide is inexpensive, widely available, and commonly used for general supplementation. It can cause more digestive discomfort than glycinate or citrate, so it’s worth starting at a lower dose.
Magnesium Malate
This form combines magnesium with malic acid, a compound found naturally in fruits like apples. Malic acid plays a role in your body’s energy production cycle: it contributes to the stability of mitochondrial membranes and supports the process cells use to generate ATP, your body’s primary energy currency.
Because of this connection to cellular energy, magnesium malate has been studied in the context of fibromyalgia and fatigue-related conditions. The evidence is limited and mixed. Importantly, results from fibromyalgia research don’t necessarily apply to chronic fatigue syndrome. The two conditions overlap in symptoms but appear to respond differently to treatments. If fatigue and muscle soreness are your main concerns, magnesium malate is a reasonable option to try, but it’s not a proven treatment for either condition.
Magnesium Taurate
Magnesium taurate pairs magnesium with taurine, an amino acid concentrated in the heart, brain, and eyes. Both components independently support cardiovascular function, which is why this form is often recommended for heart health.
Magnesium helps keep calcium levels inside cells from getting too high, which is one of the key reasons it has blood-pressure-lowering, anti-arrhythmic, and anti-clotting effects. Taurine does something similar through different pathways: in animal and clinical studies, it lowers elevated blood pressure, slows cholesterol-driven plaque buildup in arteries, prevents irregular heartbeats, and stabilizes platelets. The combination may offer complementary cardiovascular protection, though most of the evidence comes from animal research and mechanistic studies rather than large human trials.
Magnesium Chloride
Magnesium chloride dissolves easily in water, giving it good absorption when taken orally. It’s one of the forms with the strongest evidence for raising magnesium levels in the body, alongside citrate, glycinate, and malate.
This is also the form most commonly found in topical magnesium products: sprays, lotions, and oils. The appeal of absorbing magnesium through the skin is understandable, but the evidence doesn’t support it well. Your outer skin layer is designed to keep things out, and magnesium is a charged ion that doesn’t pass through skin easily. One study using human skin samples found that absorption depended on concentration and exposure time, and that hair follicles might act as pathways, but there’s no strong evidence that sprays reliably raise blood magnesium levels the way oral supplements can. If your goal is correcting a deficiency or improving sleep, muscle cramps, or overall magnesium status, oral forms are the way to go. Topical products may offer some local muscle relief but shouldn’t be your primary strategy.
Magnesium Sulfate (Epsom Salt)
Magnesium sulfate is best known as Epsom salt, the white crystite you dissolve in a warm bath. It’s one of the most popular forms of magnesium, but the evidence for absorption through the skin during baths is thin. Available clinical studies are limited by small sample sizes, inconsistent formulations, and variable outcome measures. Researchers have called for better pharmacokinetic studies to actually characterize how much (if any) magnesium gets absorbed transdermally.
When taken orally, magnesium sulfate has low bioavailability compared to citrate. It also has strong laxative effects. In medical settings, it’s used intravenously for specific conditions, but as a supplement, there are better-absorbed options. That doesn’t mean Epsom salt baths are useless. Warm water and relaxation have their own benefits. Just don’t count on a bath to meaningfully raise your magnesium levels.
Magnesium Orotate
Magnesium orotate combines magnesium with orotic acid, a compound involved in building pyrimidines, one of the building blocks of DNA and RNA. Orotic acid has shown cardioprotective effects in research, and magnesium orotate has been studied in the context of severe congestive heart failure. It tends to be more expensive than other forms and is less commonly found on store shelves. For most people without a specific cardiovascular reason to choose it, other forms offer better value.
How to Choose the Right Form
Your choice depends on what you’re trying to address:
- General supplementation: Magnesium citrate or magnesium glycinate. Both absorb well. Citrate is cheaper and more widely available. Glycinate is gentler on the stomach.
- Constipation: Magnesium citrate, particularly the liquid oral solution.
- Sleep or mood support: Magnesium glycinate is the most commonly recommended, though the evidence for sleep benefits specifically is not strong.
- Heart health: Magnesium taurate offers complementary cardiovascular benefits from both the magnesium and the taurine.
- Fatigue or muscle soreness: Magnesium malate, for its connection to cellular energy production.
- Sensitive stomach: Magnesium glycinate causes the fewest gastrointestinal side effects.
What to Watch for With Supplements
Magnesium supplements interact with over 200 medications, including certain antibiotics and osteoporosis drugs. If you take prescription medications, check for interactions before starting a magnesium supplement. People with kidney problems should be especially cautious, since the kidneys are responsible for clearing excess magnesium from the body.
The upper limit of 350 mg per day applies to supplemental magnesium only. Magnesium from food (nuts, leafy greens, whole grains, legumes) doesn’t count toward that cap and has no established upper limit. Most people tolerate moderate supplemental doses well, but exceeding 350 mg per day commonly causes diarrhea, nausea, and abdominal cramping, especially with citrate and oxide forms. Starting with a lower dose and increasing gradually helps you find what your body tolerates.
