The most mineral-rich foods include dairy products, meat and seafood, nuts and seeds, legumes, leafy greens, and seaweed. These whole foods deliver the full range of minerals your body needs, from calcium and magnesium to trace elements like zinc and selenium. But not all minerals come from the same places, and your body doesn’t absorb them all equally well.
Macrominerals: What They Do and Where to Find Them
Your body needs five minerals in relatively large amounts: calcium, magnesium, potassium, phosphorus, and sodium. These are the macrominerals, and each plays a distinct role in keeping your bones strong, your muscles contracting, and your cells communicating.
Calcium is the mineral most people think of first. Dairy products are the richest source by a wide margin. A cup of yogurt or milk delivers roughly 300 mg, and hard cheeses pack even more per ounce. Beyond dairy, canned sardines and salmon (eaten with bones), fortified plant milks, tofu made with calcium sulfate, and dark leafy greens like kale and bok choy all contribute meaningful amounts. Adults generally need around 1,000 mg per day.
Magnesium shows up most heavily in nuts, legumes, and seeds. Pumpkin seeds are one of the single richest sources, with about 150 mg in a one-ounce serving. Almonds, cashews, black beans, and spinach are also strong contributors. Most adults need between 310 and 420 mg daily, and surveys consistently show that many people fall short.
Potassium is abundant in root vegetables, beans, dairy, and fruits. A medium baked potato with the skin delivers around 900 mg. Bananas get all the credit, but white beans, sweet potatoes, avocados, and spinach actually contain more per serving. The target for adults is 2,600 to 3,400 mg per day, making it one of the harder minerals to get enough of without eating plenty of produce.
Phosphorus is found in dairy products, meat, poultry, and fish. It’s also present in beans, nuts, and whole grains. Because phosphorus appears in so many foods (and is added to many processed products as a preservative), most people get more than enough without trying.
Trace Minerals: Small Amounts, Big Impact
Trace minerals are needed in much smaller quantities, often measured in micrograms rather than milligrams. But “small” doesn’t mean “optional.” Deficiencies in zinc, iron, or selenium can cause serious problems.

Beef, crab, and lobster are also high. Plant sources include pumpkin seeds, chickpeas, cashews, and fortified cereals. Zinc deficiency can show up as skin rashes, impaired taste, and digestive issues.
Selenium is concentrated in seafood, meat, and poultry. Brazil nuts are famously rich in selenium, with just one or two nuts providing a full day’s worth. Fish, eggs, and whole grains grown in selenium-rich soil round out the list. Deficiency is rare in most developed countries but can cause premature graying of hair and weakened immunity.
Iodine is one mineral that largely depends on fortification. Iodized salt is the primary source for most people, though fish, dairy products, dairy desserts, and seaweed also contain it naturally. In the United States, adding iodine to salt is voluntary, not mandatory. Packages of non-iodized salt are required to state that the product does not supply iodide. If you’ve switched to sea salt or kosher salt for cooking, you may be getting less iodine than you think.
Copper and manganese tend to cluster in nuts, beans, and whole grains. Most people meet their needs through a varied diet without needing to focus on these specifically.
Mineral Powerhouses Worth Knowing
Some foods stand out for delivering multiple minerals in a single serving. These are worth building meals around if you’re trying to cover your bases.
Seeds, particularly pumpkin seeds and sunflower seeds, are dense in magnesium, zinc, iron, and copper. A small handful as a snack or sprinkled on a salad adds meaningful mineral content to your day. Sesame seeds, including tahini, are also surprisingly high in calcium.
Seaweed is one of the most mineral-dense foods on the planet. Dried edible seaweeds contain high concentrations of calcium, magnesium, potassium, and iron, plus notable amounts of iodine, zinc, selenium, manganese, and copper. Some varieties of brown seaweed contain over 4,000 mg of potassium per 100 grams of dry weight. Wakame, kelp, and nori are the most commonly available types, and even small amounts used as seasoning or in soups contribute to your mineral intake.
Organ meats, especially liver, are among the most nutrient-dense animal foods. Beef liver is exceptionally high in iron, zinc, copper, and selenium. A single three-ounce serving of beef liver provides several times the daily value for copper and a substantial portion of your iron and zinc needs.
Shellfish, including oysters, mussels, and clams, deliver zinc, iron, selenium, and copper in highly absorbable forms. Oysters alone are the single richest food source of zinc.
Why Absorption Matters as Much as Content
The mineral content listed on a nutrition label doesn’t tell the whole story. Your body’s ability to actually absorb those minerals depends on several factors, and some of them are under your control.
Phytates and oxalates are natural compounds found in many plant foods, including whole grains, beans, spinach, and nuts. They bind to minerals like iron, zinc, and calcium in your digestive tract, reducing the amount you absorb. Spinach, for example, is often cited as a good calcium source, but its high oxalate content means your body retrieves only a fraction of the calcium it contains. Kale and broccoli, which are low in oxalates, are actually better plant sources of absorbable calcium.
Simple food preparation techniques can make a real difference. Soaking dried beans and grains before cooking reduces their phytate content significantly. Sprouting and fermenting go even further. Sourdough bread, for instance, is higher in bioavailable minerals than bread made with commercial yeast because the long fermentation breaks down phytates. Cooking in general improves mineral availability compared to eating foods raw.
Pairing foods strategically also helps. Vitamin C dramatically increases non-heme iron absorption, so squeezing lemon on lentils or eating bell peppers alongside beans is more than a flavor choice. On the other hand, drinking coffee or tea with meals can inhibit iron absorption due to their tannin content.
Fortified Foods Fill Common Gaps
In the United States, several staple foods are fortified with minerals, though the system is less comprehensive than many people assume. Enriched flour and grain products are required to contain added iron, but this is one of the few mandatory fortifications. Calcium and vitamin D may optionally be added to enriched grains. Breakfast cereals are often voluntarily fortified with iron, zinc, and other minerals, making them one of the top dietary sources of several trace minerals in population studies.
Plant-based milks are typically fortified with calcium to match dairy milk’s content, though the amount varies by brand and the calcium can settle to the bottom of the carton. Shaking before pouring matters more than you’d expect.
Fortified foods can be genuinely useful for filling gaps, but they shouldn’t be your only strategy. Minerals from whole foods come packaged with other nutrients, fiber, and compounds that work together in ways that isolated fortification can’t replicate.
Building a Mineral-Rich Diet
You don’t need to track individual minerals obsessively. A few broad patterns cover most of your needs. Eating a variety of protein sources, including both animal and plant-based options, ensures you get well-absorbed zinc, iron, and selenium. Including dairy or calcium-fortified alternatives handles calcium. Making nuts, seeds, and legumes a regular part of your diet takes care of magnesium, copper, and manganese. And using iodized salt in your cooking addresses iodine.
The people most at risk for mineral shortfalls are those on restrictive diets. Vegans and vegetarians need to pay particular attention to iron, zinc, and iodine, since the richest and most bioavailable sources of these minerals are animal foods. The absorption gap for iron is especially significant: getting enough on paper from plant sources doesn’t guarantee your body is actually taking it in. Focusing on vitamin C pairing, soaking and sprouting grains and legumes, and choosing fortified foods can help bridge the difference.
