Several common foods drive inflammation in your body, and most of them are staples of the modern Western diet. Added sugars, refined carbohydrates, processed meats, fried foods, and certain cooking oils top the list. The underlying mechanisms differ, but they share a common outcome: they push your immune system into a low-grade, chronic state of activation that contributes to heart disease, type 2 diabetes, and other long-term conditions.
Added Sugar and Blood Sugar Spikes
Sugar is one of the most consistent dietary triggers of inflammation. When overweight adults consumed a high-sucrose diet for 10 weeks, their levels of haptoglobin and transferrin, two proteins the body produces during inflammation, rose by 13% and 5% respectively. A control group eating the same diet with artificial sweeteners instead of sugar saw those same markers drop. The effect compounds over time: the more sugar you eat regularly, the more your baseline inflammatory state creeps upward.
The mechanism starts with your blood sugar. When you eat foods that spike glucose quickly, your body produces inflammatory signaling molecules through an oxidative chain reaction. Research published in Circulation found that sharp glucose spikes trigger more inflammation than even sustained high blood sugar. In other words, a sugary drink that floods your bloodstream all at once does more inflammatory damage than the same amount of sugar absorbed slowly. When researchers infused an antioxidant called glutathione during those glucose spikes, the inflammatory response was completely blocked, confirming that oxidative stress is the driving force.
The latest U.S. Dietary Guidelines (2025-2030) recommend no more than 10 grams of added sugar per meal, a significant reduction from the previous cap of 50 grams per day in a 2,000-calorie diet. For context, a single can of cola contains about 39 grams.
Refined Carbohydrates
White bread, white rice, pastries, and most breakfast cereals behave much like sugar in your bloodstream. These refined carbohydrates have been stripped of fiber and nutrients, so they break down into glucose rapidly. The result is the same spike-driven inflammatory process described above. People with impaired glucose tolerance, a precursor to diabetes, show an even more pronounced inflammatory response to these spikes, creating a vicious cycle where inflammation worsens metabolic health, which in turn amplifies the inflammatory response to the same foods.
Swapping refined grains for whole grains slows digestion enough to blunt these glucose surges. The fiber in whole grains also feeds beneficial gut bacteria that produce short-chain fatty acids, compounds that actively reduce inflammation.
Fried and High-Heat Cooked Foods
Frying food in oil at high temperatures triggers a chemical process called the Maillard reaction, the same browning that makes fried chicken crispy and french fries golden. This reaction produces compounds called advanced glycation end products, or AGEs. Your body treats AGEs as foreign invaders, activating immune cells and releasing inflammatory signals in response.
The higher the temperature and the longer the cooking time, the more AGEs form. Frying and broiling produce the highest levels, while steaming, poaching, and stewing produce far less. Simply changing how you cook the same food can dramatically lower its AGE content. A boiled chicken breast, for example, contains a fraction of the AGEs found in a grilled or fried one.
Red and Processed Meat
Red meat contains a sugar molecule called Neu5Gc that humans cannot produce naturally. When you eat beef, pork, or lamb, your body absorbs Neu5Gc and incorporates it into your tissues. Your immune system then recognizes it as foreign and produces antibodies against it, creating a state of chronic, low-level inflammation wherever the molecule accumulates. Research from the Proceedings of the National Academy of Sciences showed that mice exposed to both Neu5Gc and the corresponding antibodies developed systemic inflammation and a five-fold increase in cancer incidence.
This mechanism helps explain why red meat consumption is consistently linked not just to cancer, but also to heart disease and type 2 diabetes, both of which are fueled by chronic inflammation. Processed meats like bacon, hot dogs, and deli meats carry additional risk because they contain preservatives and are often cooked at high temperatures, adding AGEs on top of the Neu5Gc exposure.
Vegetable Oils and Omega-6 Imbalance
Your body needs both omega-6 and omega-3 fatty acids, but the ratio matters enormously. Humans evolved eating roughly equal amounts of each. The modern Western diet, heavy in soybean oil, corn oil, and sunflower oil, delivers a ratio of about 15:1 or even 17:1 in favor of omega-6. Omega-6 fatty acids are precursors to pro-inflammatory molecules, while omega-3s are precursors to anti-inflammatory ones. When the balance tips too far toward omega-6, your body’s inflammatory signaling stays chronically elevated.
Bringing the ratio down produces measurable results. A ratio of 4:1 was associated with a 70% decrease in total mortality in people with cardiovascular disease. A ratio of 2-3:1 suppressed inflammation in patients with rheumatoid arthritis. Even getting to 5:1 showed benefits for people with asthma, while a ratio of 10:1 still caused adverse effects. The practical takeaway: reduce cooking oils high in omega-6 (soybean, corn, sunflower) and increase omega-3 sources like fatty fish, walnuts, and flaxseed.
Ultra-Processed Foods and Gut Inflammation
Beyond the sugar, refined flour, and unhealthy fats they contain, ultra-processed foods carry another inflammatory payload: food additives. A controlled-feeding study at Georgia State University tested carboxymethylcellulose (CMC), a common emulsifier found in ice cream, salad dressings, and many packaged foods. Healthy adults who consumed CMC for just 11 days showed reduced gut bacteria diversity and lower levels of short-chain fatty acids, the anti-inflammatory compounds your gut bacteria normally produce.
Even more striking, two of the seven participants in the CMC group showed bacteria physically encroaching into the gut’s inner mucus layer, a barrier that is normally sterile. This encroachment is a hallmark of gut inflammation and is seen in conditions like inflammatory bowel disease. The researchers concluded that widespread use of such emulsifiers in processed foods may be contributing to the rising prevalence of chronic inflammatory diseases by disrupting the gut microbiome.
Alcohol Beyond Moderate Amounts
Alcohol’s relationship with inflammation follows a J-shaped curve. A large study published in Circulation found that people who consumed 1 to 7 drinks per week had the lowest levels of two key inflammatory markers, interleukin-6 and C-reactive protein. People who never drank had higher levels, and people who consumed 8 or more drinks per week had the highest levels of all. One drink means 12 ounces of beer, 5 ounces of wine, or a single shot of liquor.
Heavy drinking promotes inflammation through multiple pathways. Alcohol damages the gut lining, allowing bacterial toxins to leak into the bloodstream and trigger immune activation. It also impairs the liver’s ability to clear inflammatory molecules. The threshold is relatively sharp: once you cross roughly one drink per day, inflammatory markers begin to climb.
Dairy and Gluten: Not Inflammatory for Most People
Dairy and gluten are frequently blamed for inflammation, but the evidence tells a more nuanced story. For the general population, neither dairy nor gluten consistently raises inflammatory markers. Full-fat dairy contains saturated fat, which in excess can promote inflammation, but fermented dairy products like yogurt and kefir appear to have neutral or even anti-inflammatory effects.
Gluten is a different story for a specific subset of people. About 1% of the population has celiac disease, an autoimmune condition where gluten directly damages the intestinal lining. Another 1-2% have non-celiac gluten sensitivity, which researchers at Columbia University confirmed involves a distinct immune response. People with this sensitivity show significantly elevated levels of a marker for intestinal cell damage at levels similar to those found in celiac disease, even though the underlying immune mechanism is different. For these individuals, gluten is genuinely inflammatory. For the remaining 96-98% of the population, eliminating gluten is unlikely to reduce inflammation.
The Pattern Matters More Than Any Single Food
Inflammation rarely comes from one food eaten occasionally. It builds from a dietary pattern: daily sodas, regular fast food, cooking with high-omega-6 oils, snacking on processed foods loaded with emulsifiers and refined flour. Each of these nudges your immune system a little further into chronic activation. The foods that reduce inflammation, fatty fish, leafy greens, berries, nuts, olive oil, and whole grains, work through the opposite mechanisms. They provide antioxidants that neutralize the oxidative stress behind glucose-driven inflammation, omega-3s that counterbalance omega-6, and fiber that feeds the gut bacteria responsible for producing anti-inflammatory compounds.
You don’t need to eliminate every inflammatory food to see results. Shifting the overall balance of your diet, less sugar, fewer fried and ultra-processed foods, more whole foods and omega-3 sources, can meaningfully lower your body’s inflammatory baseline over weeks to months.
