They’re working against their own biology in ways that are easy to fix once you understand what’s actually happening in your brain and body during the hours before bed.
How Your Brain Builds the Urge to Sleep
Your brain tracks how long you’ve been awake using a chemical called adenosine, a byproduct of normal cellular activity. The longer you’re awake and the more active you are, the more adenosine accumulates in your brain. This buildup creates what sleep scientists call “sleep pressure,” and it’s the reason you feel increasingly tired as the day goes on. The key is timing: vigorous exercise within a couple of hours of bedtime can raise your core temperature and heart rate enough to delay sleep onset.
Set Your Internal Clock With Morning Light
Your body runs on a roughly 24-hour cycle that controls when you feel alert and when you feel sleepy. Light is the strongest signal that keeps this clock accurate. When bright light hits your eyes in the morning, it triggers a cascade that suppresses your sleep hormone (melatonin) and raises your alertness hormone (cortisol), setting a clear starting point for your day. About 14 to 16 hours later, melatonin rises again, and you start feeling sleepy.
A single 30-minute exposure to bright light right after waking is enough to shift your circadian rhythm earlier and improve sleep timing. You don’t need a special lamp. When to Stop Caffeine

Why Alcohol Disrupts Sleep

Keeping your wake time within a 30-minute window, even after a short night, is one of the most effective and underused strategies for improving sleep quality over time.
A wind-down routine in the 30 to 60 minutes before bed isn’t about relaxation rituals for their own sake. It’s about creating a consistent signal that tells your brain sleep is approaching. The specific activities matter less than the consistency. Reading, stretching, light journaling, or simply dimming the lights and doing something quiet all work. What doesn’t work is switching from high-stimulus activity (intense TV, work emails, social media scrolling) directly to lying in bed and expecting your brain to shut off.
If you’re lying awake for more than 20 minutes, get up and move to another room. Do something low-key in dim light until you feel genuinely sleepy, then return to bed. This prevents your brain from learning to associate your bed with frustration and wakefulness.
Melatonin Supplements: Less Is More
