A normal resting heart rate for adults falls between 60 and 100 beats per minute, and there are reliable ways to bring yours down whether you need relief right now or want to lower it over weeks and months. The approach depends on whether your heart is racing in the moment or you’re trying to reduce a consistently elevated resting rate. Here’s what actually works.
Slow Your Breathing First
The fastest way to lower your heart rate is to change how you breathe. Slowing your breathing to about six breaths per minute, roughly half the normal adult rate, activates the vagus nerve, which is the main nerve responsible for shifting your body out of “fight or flight” mode and into a calmer state. A systematic review of studies on slow breathing found that it reliably increases parasympathetic nervous system activity both during the practice and for a period afterward.
Try this: inhale for four seconds, hold for four seconds, exhale for four seconds, hold for four seconds. That’s box breathing, and it naturally lands you around six breaths per minute. The 4-7-8 method works similarly: inhale for four seconds, hold for seven, exhale for eight. The specific count matters less than the pace. If you’re breathing slowly and deliberately, your vagus nerve responds.
The Valsalva Maneuver
If your heart is beating uncomfortably fast and breathing alone isn’t enough, the Valsalva maneuver is a physical technique that can reset your rhythm. Sit down or lie on your back, take a breath, then bear down as if you’re straining on the toilet while keeping your mouth and nose closed. Hold that strain for 15 to 20 seconds, then release and breathe normally.

Cut the Stimulants
Caffeine is the most common reason for an unexpectedly high heart rate. It increases blood flow, raises blood pressure, and keeps your nervous system in a stimulated state for hours. The half-life of caffeine, the time it takes your body to clear just half of it, ranges from two to twelve hours, with most people falling in the four-to-six-hour range. That means a coffee at 2 p.m. can still be affecting your heart rate at 8 p.m.
Nicotine has a similar stimulant effect on heart rate. If you’re trying to bring your resting rate down, these are the first substances to reduce or time more carefully. You don’t necessarily need to quit coffee entirely, but paying attention to when and how much you consume makes a measurable difference.
Drink More Water
Dehydration forces your heart to work harder. When your blood volume drops from insufficient fluid, your heart compensates by beating faster to maintain circulation. Drinking water is one of the simplest interventions, especially if your elevated heart rate coincides with exercise, hot weather, illness, or simply not drinking enough throughout the day.
Check Your Magnesium Intake
Magnesium plays a direct role in your heart’s electrical signaling. It helps regulate the timing of electrical impulses that control each heartbeat. When magnesium levels are low, those signals fire faster than they should, and your heart rate climbs. The recommended daily intake is 400 to 420 mg for adult men and 310 to 320 mg for adult women, and many people fall short.
The richest food sources include pumpkin seeds, chia seeds, almonds, spinach, cashews, black beans, and edamame. Even foods like baked potatoes with the skin on, brown rice, and bananas contribute meaningful amounts. Sleep Changes Your Baseline
Poor sleep pushes your nervous system toward a more activated, stressed state.
