You can nudge your estrogen levels upward through specific foods, targeted nutrients, and lifestyle adjustments, though the effects are modest compared to hormone therapy. The most reliable dietary strategy is consuming phytoestrogens, plant compounds that mimic estrogen in the body by binding to the same receptors your own estrogen uses. How much of a difference these changes make depends on your current hormone status, your gut bacteria, and your body composition.
How Phytoestrogens Work in Your Body
Phytoestrogens are structurally similar to the estrogen your body produces (estradiol), which allows them to dock onto estrogen receptors in your cells. They preferentially bind to one type of estrogen receptor (ER-beta) over another, which means they can mimic estrogen’s effects in some tissues while partially blocking it in others. This selective action is why phytoestrogens behave differently from prescription estrogen.
Their estrogenic activity is weak compared to your body’s own estradiol. Think of them less as a replacement and more as a gentle supplement that provides low-level estrogenic signaling, particularly useful when your own production has declined after menopause or due to other factors.
Soy: The Strongest Dietary Source

Black cohosh does not actually act as an estrogen. The current evidence is reassuring: phytoestrogen consumption at dietary levels appears safe for the general population, for women with benign breast conditions, for those at higher risk of breast cancer, and even for breast cancer survivors. That said, high-dose concentrated phytoestrogen supplements are a different story. Researchers still lack enough evidence to recommend megadoses, and the distinction between food-based intake and supplement-based intake matters.

The most practical approach combines several of these strategies. Eat one to two servings of whole soy foods daily (tofu, tempeh, edamame). Add two tablespoons of ground flaxseed to smoothies, oatmeal, or yogurt. Include boron-rich foods like dried fruits, nuts, and avocados regularly. Make sure your vitamin D levels are adequate. And if you’re very lean or exercising intensely, consider whether your energy intake and body fat are sufficient to support healthy hormone production.
None of these interventions will replicate the effect of hormone replacement therapy. For women in menopause whose estrogen levels have dropped below 10 pg/mL (compared to the 300+ pg/mL peak during ovulation in reproductive years), dietary phytoestrogens provide gentle support rather than full restoration. For women with mild symptoms or those looking to complement other treatments, these natural strategies can make a noticeable difference in how you feel.
