Most water retention resolves with a few straightforward changes to your diet, movement habits, and daily routine. Your body holds onto extra fluid when something disrupts the balance between what’s inside your blood vessels and what’s in the surrounding tissues. Tiny blood vessels called capillaries leak fluid into nearby tissue, and when more fluid leaks out than gets reabsorbed, you get that puffy, heavy feeling in your hands, feet, ankles, or face.
The good news: unless your swelling is caused by an underlying condition like heart or kidney disease, you can usually reduce it significantly within a few days.
Why Your Body Holds Onto Water
Your kidneys constantly adjust how much water and sodium to keep or release. When sodium levels rise, your body retains water to dilute it, expanding the fluid volume in and around your tissues. Hormones play a major role too. A hormone called vasopressin (sometimes called antidiuretic hormone) tells your kidneys to reabsorb water rather than release it into urine. When you’re even mildly dehydrated, vasopressin rises and your body starts hoarding fluid.
Other common triggers include sitting or standing in one position for hours, which lets gravity pool fluid in your legs. Hormonal shifts during the menstrual cycle are another major cause. Elevated estrogen increases fluid retention, and when both estrogen and progesterone rise together in the second half of the cycle, sodium retention increases as well. This is why bloating peaks in the days before your period and resolves once menstruation starts.
Cut Back on Sodium
Sodium is the single biggest dietary driver of water retention. The American Heart Association recommends staying under 1,500 mg of sodium per day, though many guidelines use 2,000 mg as a practical upper limit. The average American eats over 3,400 mg daily, mostly from processed and restaurant food rather than the salt shaker.
The fastest way to lower your sodium intake is to cook more meals at home and read labels. Bread, deli meat, canned soups, frozen meals, sauces, and cheese are some of the biggest hidden sources. When you cut sodium, your kidneys release the extra water they were holding to balance it out. Most people notice a visible difference within two to three days.
Eat More Potassium-Rich Foods
Potassium works as sodium’s counterpart. It helps your kidneys excrete more sodium through urine, which pulls excess water out with it. Adults need 2,600 to 3,400 mg of potassium per day depending on sex, and most people fall short. Strong sources include bananas, potatoes, spinach, avocados, beans, yogurt, and sweet potatoes.
Getting your potassium from food rather than supplements is safer and more effective for most people. If you have kidney disease, your body may not handle extra potassium well, so this advice doesn’t apply in that case.
Drink More Water, Not Less
It sounds counterintuitive, but drinking more water helps you retain less. When you’re underhydrated, your body detects even a small increase in blood concentration and responds by ramping up vasopressin. That hormone signals your kidneys to hold onto every drop. Drinking water almost immediately lowers vasopressin levels, and that suppression lasts for over four hours. Your kidneys then shift into a mode where they release more fluid instead of conserving it.
There’s no magic number, but aiming for pale yellow urine throughout the day is a reliable indicator you’re drinking enough. If your urine is consistently dark, your body is likely in conservation mode and holding extra fluid.
Move Your Body Regularly
When you sit or stand without moving for long stretches, gravity pulls fluid down into your legs and feet. Your veins rely on muscle contractions (especially in your calves) to push blood back up toward your heart. Without that pumping action, blood pools in the lower limbs and fluid seeps into the surrounding tissue.
Walking, cycling, swimming, or even doing calf raises at your desk helps push pooled fluid back into circulation. If you work at a desk, standing up and moving for a few minutes every hour makes a noticeable difference. Elevating your legs above heart level for 15 to 20 minutes at the end of the day also helps drain fluid that has accumulated.
Try Compression Socks
Compression socks apply graduated pressure to your lower legs, squeezing tightest at the ankle and gradually loosening toward the knee. This prevents fluid from settling into your feet and ankles and helps push it back toward your heart. A pressure rating of 20 to 30 mmHg is the most commonly recommended range for everyday fluid retention and mild swelling. Higher ratings (30 to 40 mmHg) are typically reserved for more significant swelling and are best chosen with guidance from a doctor.
For the best results, put them on first thing in the morning before swelling has a chance to build up during the day.
Address Hormonal Water Retention
If your water retention follows a predictable monthly pattern, hormones are likely the primary driver. The ratio of estrogen to progesterone shifts throughout your cycle, and both hormones independently influence how much fluid and sodium your body retains. Retention typically peaks in the luteal phase, the roughly two weeks between ovulation and your period.
Some evidence suggests vitamin B6 (up to 100 mg per day) may help with premenstrual fluid retention and other PMS symptoms. A meta-analysis of nine controlled trials found a modest benefit, though the overall quality of the studies was limited. The more reliable strategies for cyclical bloating are the same ones that work for any water retention: keeping sodium low, potassium high, and staying well hydrated through the luteal phase rather than waiting for symptoms to appear.
Natural Diuretic Foods and Drinks
Certain foods have mild diuretic properties, meaning they encourage your kidneys to release more water. Dandelion root tea is one of the more studied options. Its high potassium content appears to contribute to increased urine output. Caffeine is also a mild diuretic, though your body builds tolerance to it quickly if you drink coffee regularly.
Other foods with a reputation for reducing water retention include asparagus, cucumber, watermelon, celery, and parsley. These won’t produce dramatic results on their own, but as part of a lower-sodium, potassium-rich diet, they contribute to the overall fluid balance shift you’re aiming for.
When Swelling May Signal Something Serious
Most water retention is harmless and temporary. But certain patterns deserve medical attention. If pressing your finger into a swollen area leaves a visible dent that takes several seconds to fill back in, that’s called pitting edema, and the deeper the pit and the longer it lasts, the more significant the underlying cause may be. Pitting edema is a common symptom of heart failure, kidney disease, liver disease, thyroid problems, and blood clots.
Swelling that appears suddenly in one leg (but not the other) could indicate a blood clot. Swelling accompanied by shortness of breath or difficulty breathing suggests fluid may be building up around your lungs. And swelling that doesn’t improve after a week of reducing sodium, increasing movement, and staying hydrated likely has a cause that diet and lifestyle changes alone won’t fix.
