How Do I Know If I’m Fat? Key Metrics to Check

There’s no single number that tells you whether you’re carrying too much body fat, but a few simple measurements can give you a clear picture. The most practical starting points are your BMI, your waist circumference, and your body fat percentage, each of which captures something slightly different about your health.

Check Your BMI First

BMI (body mass index) is the quickest screening tool. You calculate it by dividing your weight in kilograms by your height in meters squared, or you can use any free online calculator. The CDC categories for adults 20 and older break down like this:

  • Underweight: below 18.5
  • Healthy weight: 18.5 to 24.9
  • Overweight: 25 to 29.9
  • Obese: 30 or higher

A BMI of 30 or above is further divided into three classes: Class 1 (30 to 34.9), Class 2 (35 to 39.9), and Class 3 or severe obesity (40 and above). If your number lands in the overweight or obese range, it’s a signal worth paying attention to, but it’s not the full story.

Why BMI Can Be Misleading

BMI measures your total mass relative to your height. It doesn’t distinguish between muscle, bone, and fat. Someone who lifts weights regularly and carries significant muscle mass can register as “overweight” while having a perfectly healthy level of body fat. On the other end, older adults who have lost bone density and muscle may show a normal BMI while actually carrying excess fat. Harvard Health Publishing notes that BMI can overestimate body fat in muscular athletes and underestimate it in older people with low muscle mass. That’s why it works best as a starting point, not a final answer.

Measure Your Waist

Your waist circumference is one of the most useful numbers you can track at home, because it reflects where your body stores fat, not just how much you weigh. Fat that accumulates around your midsection, particularly the deep fat packed around your organs (called visceral fat), is more strongly linked to heart disease, type 2 diabetes, and other metabolic problems than fat stored in your hips or thighs.

To measure, wrap a flexible tape measure around your bare waist at the level of your belly button. Stand relaxed, don’t suck in. The WHO sets high-risk thresholds at greater than 35 inches (88 cm) for women and greater than 40 inches (102 cm) for men. If you’re above those numbers, your risk of weight-related health problems is elevated regardless of what your BMI says.

Waist-to-Hip Ratio

This measurement takes things a step further by comparing your waist size to your hip size. Measure your waist, then measure the widest part of your hips, and divide waist by hips. A ratio below 0.95 is considered healthy for most men. For women, the commonly cited threshold is below 0.85. A higher ratio indicates more fat concentrated around your abdomen, which carries greater health risk than fat distributed more evenly across your body.

Body Fat Percentage by Age and Sex

Body fat percentage is the most direct answer to the question “am I carrying too much fat?” because it measures actual fat rather than total body weight. Healthy ranges differ by sex and age, since bodies naturally carry more fat as they get older.

Women

For women in their 20s, a body fat percentage above roughly 27% is considered poor, and above 27.2% enters dangerously high territory. That threshold rises with age. In your 30s, the concern zone starts around 29%. In your 40s, it’s around 32%. By your 50s, a body fat percentage above about 34.5% is considered dangerously high. These shifts reflect normal hormonal and metabolic changes, so comparing yourself to a 20-year-old’s numbers when you’re 50 isn’t useful.

Men

For men in their 20s, body fat above about 23% is considered dangerously high. In your 30s, that threshold rises to around 25%. By your 40s, it’s roughly 27%, and by your 50s, about 28%. Men naturally carry less essential fat than women, which is why the numbers skew lower across all age groups.

How to Measure Body Fat

You have a few options, ranging from free to clinical. Smart scales and handheld devices use a method called bioelectrical impedance, which sends a small electrical current through your body and estimates fat based on resistance. These are cheap and convenient, but they tend to underestimate fat mass by about 2 kg and overestimate lean mass by a similar amount compared to more accurate methods. That said, a large study using UK Biobank data found that readings from these devices correlated strongly with clinical scans, with a concordance of 0.94 for both fat and lean mass. They’re good enough for tracking trends over time, even if the absolute number is slightly off.

DXA scans (the same type used for bone density) are considered the gold standard. They give a detailed breakdown of fat, muscle, and bone throughout your body. They’re available at some medical offices and body composition clinics, typically for $50 to $150 per scan. If you want a precise baseline number, a DXA scan is worth the investment.

Normal Weight but Still at Risk

It’s possible to have a normal BMI and still carry too much body fat, a pattern sometimes called “metabolically obese, normal weight.” This happens when someone has a healthy weight on the scale but stores excess fat internally, particularly around their organs. People in this category often have one or more metabolic warning signs: elevated blood sugar, high blood pressure, abnormal cholesterol, or insulin resistance.

You can’t see or feel visceral fat directly. Your body shape and waist measurements are the best external clues. As a rough guide, visceral fat should make up about 10% of your total body fat. If your overall body fat percentage is higher than recommended for your age and sex, your visceral fat level is likely elevated too. The clearest way to know if hidden fat is affecting your health is through basic bloodwork. The NIH defines metabolic syndrome as having three or more of these: a large waist (35+ inches for women, 40+ for men), high triglycerides, low HDL (“good”) cholesterol, blood pressure at or above 130/80, or fasting blood sugar at or above 100 mg/dL.

Putting It All Together

No single measurement gives you the complete picture. BMI tells you whether your weight is proportionate to your height. Waist circumference tells you whether fat is concentrated in the most dangerous location. Body fat percentage tells you how much of your body is actually fat versus muscle and bone. If two or three of these measurements fall outside healthy ranges, that’s a strong signal that you’re carrying more fat than your body handles well. If only one is borderline, context matters: your fitness level, your family history, and how you feel day to day all factor in.

The simplest place to start is a tape measure around your waist. It costs nothing, takes 10 seconds, and correlates with health risk at least as well as BMI. If that number is above the threshold for your sex, it’s worth getting your body fat percentage checked and having basic bloodwork done to see what’s happening beneath the surface.
