Shin splints are one of the most common overuse injuries in runners and athletes, but they’re largely preventable with the right combination of training habits, strengthening work, and gear choices. The key is managing how quickly you ramp up activity, building strength in the muscles that support your shinbone, and paying attention to the surfaces and shoes you train in.
Build Mileage Gradually
The single biggest risk factor for shin splints is doing too much, too soon. A widely used guideline is the 10 percent rule: never increase your weekly mileage by more than 10 percent from one week to the next. This applies whether you’re a new runner building a base or a seasoned athlete returning from time off.
A more structured approach is a three-weeks-up, one-week-down cycle. You increase mileage slowly over three weeks, keeping one or two rest days mixed in each week, then cut back during the fourth week to roughly where you started in week one. This pattern gives your bones and connective tissue time to adapt to the load before you ask more of them. Researchers have found that when a runner’s recent training load exceeds 1.5 times their longer-term average, injury risk climbs significantly.
Intensity matters just as much as distance. If you’re adding speed work, hill repeats, or tempo runs on top of more miles, something else needs to come down. A practical approach: when you increase mileage, reduce the volume of your speed sessions by 25 to 50 percent that same week. Your shins absorb more force during fast running, so stacking both types of stress is a recipe for pain along the tibia.
Strengthen the Muscles Around Your Shins
The muscle running down the front of your lower leg, the tibialis anterior, is responsible for controlling how your foot lands and absorbing shock with every step. When it’s weak or fatigued, more of that impact transfers directly to the shinbone and the tissue attached to it. Strengthening this muscle is one of the most effective things you can do to prevent shin splints.
A simple exercise you can do at home: sit on a bench or the floor with one leg extended, loop a resistance band around the top of your foot with the other end anchored to something sturdy, and slowly pull your toes toward your shin against the band’s resistance. Two to three sets of 8 to 12 repetitions, once daily, is enough to build meaningful strength over a few weeks. You can also do this standing by placing your heel on the ground and lifting your toes repeatedly, or by walking on your heels for 30-second intervals.
Calf strength matters too. Your calves work as shock absorbers during the push-off phase of running. Calf raises, both with straight legs and with slightly bent knees (to target the deeper calf muscle), help distribute impact forces more evenly across your lower leg. Hip and glute strengthening is also worth your time, since weakness higher up the chain changes how force travels through your legs with each stride.
Choose Softer Running Surfaces
The surface you run on directly affects how much impact your shins absorb. Concrete is the hardest and least shock-absorbing option. It returns nearly all the force of each footstrike back into your legs, which increases stress on your shinbone and the surrounding tissue. Grass is the softest natural surface and puts the least impact on your joints, as long as the ground is even and not waterlogged or bone-dry.
If you run primarily on sidewalks or roads, you don’t need to avoid them entirely. But mixing in runs on trails, grass fields, or synthetic tracks can reduce the cumulative beating your shins take over a training week. Even shifting one or two runs per week to a softer surface can make a meaningful difference, especially during periods when you’re building mileage.
Replace Your Shoes Before They Wear Out
Running shoes lose their cushioning and support long before they look worn out. Most shoes should be replaced every 300 to 500 miles, which is when the midsole typically loses its ability to absorb shock even if the outsole still has tread. If you run 20 miles a week, that means new shoes roughly every four to six months.
Track your shoe mileage with a running app or simply write the date you started using them on the insole. Rotating between two pairs can also extend each shoe’s life and give the foam time to decompress between runs.
What About Insoles and Orthotics?
If your feet roll inward excessively when you run (overpronation), you may have heard that orthotics or arch-supporting insoles can help. Research shows that cushioned shoes with anatomical insoles do reduce impact forces and decrease overpronation angles during running. In one study of runners with recurring shin splints, the overpronation angle dropped from about 18.5 degrees to 16.2 degrees with insoles, and peak impact was also reduced.
That said, insoles alone don’t change the fundamental way your body absorbs shock. They can be a useful part of a prevention strategy, particularly if you have flat feet or a history of shin splints, but they work best alongside strengthening and smart training rather than as a standalone fix.
Recognizing When It’s Something Worse
Typical shin splints cause a diffuse, aching pain that spreads across a broad area of the inner or outer lower leg. One helpful clue: shin splint pain often improves as you warm up during exercise. A stress fracture, by contrast, causes pain in one specific spot that’s tender to the touch and doesn’t get better (or gets worse) the longer you keep going. Stress fracture pain is also reproducible, meaning it shows up consistently in the same location.
If your shin pain doesn’t improve with rest and a gradual return to activity, if it’s localized to one point on the bone, or if you’re experiencing pain while sitting or lying down, those are signs that something beyond standard shin splints may be going on. Getting an evaluation sooner rather than later prevents a minor stress reaction from becoming a full fracture that sidelines you for months.
