How Do You Reduce Blood Pressure Without Medication?

Regular exercise, eating less sodium, losing even a small amount of weight, and managing stress can each lower blood pressure by several points. Combined, these changes are often enough to bring mildly elevated readings back into a healthy range or reduce the need for medication. The key is knowing which changes matter most and how much of a difference each one actually makes.

Know Your Numbers First

Blood pressure falls into four categories based on the 2025 guidelines from the American Heart Association and American College of Cardiology:

  • Normal: below 120/80
  • Elevated: 120 to 129 systolic with diastolic still below 80
  • Stage 1 hypertension: 130 to 139 systolic or 80 to 89 diastolic

You don’t need to do all 150 minutes in long sessions. Three 10-minute walks throughout the day count. Resistance training helps too, though aerobic activity has the strongest evidence behind it for blood pressure specifically.

Cut Sodium, Add Potassium

Sodium and potassium work as a pair. Sodium pulls water into your blood vessels, raising pressure. Potassium helps your kidneys flush out excess sodium, easing that pressure. Most people get far too much of the first and not enough of the second.

The American Heart Association recommends no more than 2,300 mg of sodium per day, with an ideal target of 1,500 mg for most adults. For context, one teaspoon of table salt contains about 2,300 mg. Most excess sodium comes not from the salt shaker but from packaged foods, restaurant meals, bread, deli meats, canned soups, and condiments. Simply cutting back by 1,000 mg a day can improve blood pressure and heart health.

On the potassium side, the World Health Organization recommends at least 3,510 mg per day from food. Good sources include bananas, potatoes, spinach, beans, avocados, and yogurt. Increasing your potassium intake through whole foods significantly reduces blood pressure in adults, and it complements sodium reduction rather than replacing it. Both changes together produce a stronger effect than either alone.

Lose a Little Weight for a Big Difference

You don’t need to hit an ideal body weight to see results. A meta-analysis of randomized trials found that for every kilogram (about 2.2 pounds) of weight lost, systolic blood pressure drops roughly 1 point and diastolic drops about 0.9 points. Losing 10 pounds translates to a systolic reduction of around 4 to 5 points.

That may sound modest, but it stacks on top of the benefits from exercise and dietary changes. That’s a significant drop from a commitment of roughly five minutes a day.

Even without a device, sitting quietly and breathing in for four to six seconds, pausing briefly, and exhaling for six to eight seconds can help. The key is consistency over weeks, not a single relaxing session.

Limit Alcohol

Alcohol raises blood pressure in a dose-dependent way: the more you drink, the higher the effect. If you have high blood pressure, the safest approach is to drink very little or not at all. For those who do drink, the limit is one drink per day for women and two for men. One drink means 12 ounces of beer, 5 ounces of wine, or 1.5 ounces of distilled spirits.

Regularly exceeding those amounts raises blood pressure both acutely and over time. Cutting back if you currently drink more than those limits can produce a noticeable drop within a few weeks.

Sleep at Least Seven Hours

Sleep gives your cardiovascular system a chance to recover. Blood pressure naturally dips during deep sleep, and when you consistently cut that short, the dip doesn’t happen. People who sleep six hours or fewer tend to have steeper increases in blood pressure over time compared to those who get seven to nine hours.

Obstructive sleep apnea is a particularly important factor. This condition causes repeated pauses in breathing during sleep, preventing you from reaching restorative sleep stages. Some changes work faster than others. Cutting sodium and increasing potassium can shift your numbers within a week or two. Exercise benefits typically appear within two to four weeks of consistent activity. Weight loss and breathing practice tend to show results over four to six weeks. The current clinical expectation is that if lifestyle changes haven’t brought your blood pressure below goal after three to six months, medication is the next step.

These strategies aren’t alternatives to each other. They stack. Someone who exercises regularly, reduces sodium, eats more potassium-rich foods, loses a modest amount of weight, and sleeps well could realistically lower their systolic pressure by 15 to 25 points, enough to move from stage 1 hypertension back into normal range. The most effective approach is treating blood pressure reduction as a collection of small, sustainable habits rather than one dramatic change.
