How Do You Reduce Water Retention Effectively?

Water retention happens when excess fluid builds up in your body’s tissues, causing puffiness, bloating, or visible swelling in your hands, feet, and ankles. Most cases respond well to a combination of dietary changes, movement, and simple physical strategies. Here’s what actually works and why.

Why Your Body Holds Onto Water

Your cells constantly manage a tug-of-war between sodium and potassium. Tiny pumps embedded in every cell membrane push three sodium ions out for every two potassium ions pulled in, and water follows wherever sodium goes. When sodium levels rise in the fluid surrounding your cells, water shifts out of cells and into your tissues to maintain balance. That’s the puffiness you feel.

Hormones play a role too. When you’re even slightly dehydrated, your brain detects a tiny increase in blood concentration (as little as 1%) and releases an antidiuretic hormone that tells your kidneys to hold onto water. Your kidneys respond by reabsorbing more water and sodium from urine back into your bloodstream. This is why not drinking enough water can paradoxically make you retain more of it: your body goes into conservation mode, reducing urine output and pulling fluid back to protect blood volume.

Drink More Water, Not Less

It sounds counterintuitive, but staying well hydrated signals your body that it doesn’t need to stockpile fluid. When blood concentration stays in a normal range, your brain dials back that antidiuretic hormone, and your kidneys let more water pass through as urine. The effect is significant. Small drops in the hormone produce large increases in urine flow, meaning even modest improvements in hydration can help flush retained fluid.

There’s no single magic number for daily intake, but a good starting point is to drink enough that your urine stays a pale straw color throughout the day. If it’s consistently dark, you’re likely mildly dehydrated, and your body is already working to hang onto every drop.

Cut Back on Sodium

Sodium is the single biggest dietary driver of water retention. The World Health Organization recommends adults consume less than 2,000 mg of sodium per day, but most people eat well beyond that. The excess sodium pulls water into the spaces between your cells and keeps it there.

Most of the sodium in a typical diet doesn’t come from the salt shaker. It hides in processed foods, restaurant meals, canned soups, deli meats, bread, and condiments. Reading labels and cooking more meals at home are the most effective ways to get your intake under control. Even reducing sodium by a few hundred milligrams a day can make a noticeable difference in how puffy you feel within a couple of days.

Eat More Potassium-Rich Foods

Potassium is sodium’s counterbalance. When you eat potassium-rich foods, your kidneys respond remarkably fast. Within about 15 minutes of an oral potassium load, your kidneys begin deactivating a key sodium-reabsorbing transporter. The result: more sodium gets flushed out in your urine, and water follows it.

This isn’t just a one-step process. Potassium triggers changes along multiple segments of the kidney’s filtration system, reducing sodium reabsorption at several points simultaneously. That’s why potassium-rich diets are so consistently linked to lower blood pressure and less fluid retention.

Good sources include bananas, potatoes, sweet potatoes, spinach, avocados, beans, lentils, tomatoes, and oranges. Prioritizing fruits, vegetables, and legumes at most meals is the simplest way to shift your sodium-to-potassium ratio in the right direction.

Watch Your Carbohydrate Intake

Carbohydrates influence water retention through a mechanism that has nothing to do with sodium. When you eat carbs, your body stores some as glycogen in your muscles and liver. Each gram of glycogen binds roughly 3 to 4 grams of water. A fully loaded adult can store around 400 to 500 grams of glycogen, which means up to 1.5 kilograms (about 3.3 pounds) of water is being held just to support those glycogen stores.

This is why people on low-carb diets often see rapid initial weight loss. They’re depleting glycogen, and the water bound to it leaves with it. It also explains the bloating that can follow a carb-heavy meal: your body is restocking glycogen and pulling in water to go with it. You don’t need to go low-carb to manage this effect, but being aware of it can help you understand day-to-day weight fluctuations and avoid unnecessary concern.

Move Your Body Regularly

Sitting or standing in one position for hours lets gravity pool fluid in your lower legs and feet. Movement, especially walking, activates the calf muscles that act as a pump, pushing fluid from your tissues back up into circulation.

If you have a desk job, even short walking breaks every 30 to 60 minutes help. Any form of exercise that uses your legs (walking, cycling, swimming, squats) improves circulation and encourages your lymphatic system to drain excess fluid from tissues. The lymphatic system, unlike blood circulation, has no central pump. It relies almost entirely on muscle contractions to move fluid along, so staying sedentary is one of the fastest ways to worsen retention.

Elevate Your Legs

If swelling is concentrated in your lower legs and ankles, elevation is one of the simplest and most effective interventions. Raise your legs to at least hip height whenever you’re sitting by using a footstool, reclining chair, or the arm of a sofa. This uses gravity to help drain accumulated fluid back toward your core, where your kidneys can process it.

Consistency matters more than duration. Elevating your legs for 20 to 30 minutes several times a day is more effective than doing it once for an extended period. If you notice that swelling is consistently worse at the end of the day, an evening elevation session before bed can help you wake up with noticeably less puffiness.

Consider Compression Socks

Compression socks apply gentle, graduated pressure to your legs, preventing fluid from pooling in your tissues. They come in different pressure levels measured in millimeters of mercury (mmHg):

  • 15 to 20 mmHg (mild): Good for very early or mild swelling, air travel, or long days on your feet.
  • 20 to 30 mmHg (moderate): The most commonly prescribed level for mild to moderate lower leg swelling.
  • 30 to 40 mmHg (firm): Used for more significant or persistent swelling that doesn’t respond to lighter compression.

Start with the mild range if you’ve never worn compression socks before. They work best when put on first thing in the morning, before gravity has had a chance to pull fluid downward.

When Swelling Points to Something Bigger

Most water retention is temporary and tied to diet, hormones, heat, or inactivity. But persistent or worsening swelling, especially if it’s only on one side of your body, can signal something that needs medical attention.

One quick way to assess severity is the pitting test. Press a finger firmly into the swollen area for about five seconds. If it leaves a visible dent that takes time to fill back in, that’s pitting edema. The deeper the dent and the longer it takes to rebound, the more significant the swelling. Pitting edema can be a symptom of heart failure, kidney disease, liver disease, thyroid conditions, or blood clots. If you notice this pattern, or if swelling comes on suddenly, is accompanied by shortness of breath, or doesn’t improve with the strategies above, it’s worth getting checked out.
