Beyond hormone release, deep sleep plays a central role in memory consolidation. Your brain transfers information from short-term to long-term storage, which is why a night of poor deep sleep can leave you feeling foggy even if you technically slept enough hours. Your immune system also ramps up production of infection-fighting proteins during this stage, which helps explain why you crave sleep when you’re sick.

How Deep Sleep Changes With Age

Deep sleep peaks in childhood and declines steadily from there. Babies and young children spend a large proportion of their sleep in deep stages, which aligns with their rapid physical growth and brain development. Teenagers still get substantial deep sleep, supporting the growth spurts and cognitive changes of adolescence.

By middle age, deep sleep has already dropped noticeably. Older adults often get the least deep sleep of any age group, sometimes spending only 5% to 10% of the night in Stage 3. This decline happens even in healthy people who don’t have sleep disorders. It’s one reason older adults tend to sleep more lightly, wake more easily, and feel less restored in the morning. There’s no established minimum threshold for how much deep sleep you need, and no medical consensus on an ideal number, but the general pattern is clear: less deep sleep correlates with feeling less refreshed.

What Reduces Deep Sleep

Alcohol is one of the most common disruptors. While a drink before bed might help you fall asleep faster, it fragments your sleep architecture throughout the night. Your brain briefly wakes up over and over, interrupting your natural sleep cycles and sending you back into lighter sleep stages. The result is that even eight hours of alcohol-affected sleep can leave you feeling unrested. People with sleep apnea are especially vulnerable to this fragmentation.

Other factors that reduce deep sleep include chronic stress, irregular sleep schedules, sleeping in a noisy or warm environment, and caffeine consumed too late in the day. Certain medications, particularly some antidepressants and blood pressure drugs, can also suppress slow-wave sleep.

What Increases Deep Sleep

Exercise is one of the most reliable ways to increase the time you spend in deep sleep. A review of 23 studies found that even a single session of evening exercise helped people fall asleep faster and spend more time in deep sleep, countering the old advice that working out at night would hurt sleep quality. Both aerobic exercise (like running or cycling) and resistance training appear to have this effect, though consistent exercise over weeks tends to produce more noticeable improvements than a single session.

Keeping a consistent sleep schedule matters too. Going to bed and waking up at roughly the same time each day helps your brain settle into predictable cycles, which supports longer deep sleep episodes in the first half of the night. Sleeping in a cool, dark, quiet room also helps, since environmental disturbances are more likely to pull you out of lighter sleep stages before you ever reach Stage 3.
