How Long Does It Take Melatonin to Work?

Melatonin typically takes 30 to 60 minutes to make you feel sleepy, which is why most guidelines recommend taking it one to two hours before your intended bedtime. But the exact timing depends on what you’re using it for, the type of melatonin you bought, and your own body’s rhythm.

Onset Time for Standard Melatonin

Immediate-release melatonin, which is the most common form sold over the counter, is absorbed quickly and reaches peak blood levels within about 30 to 50 minutes. Most people start feeling drowsy in that window. The NHS recommends taking a dose one to two hours before bed for short-term insomnia, which accounts for the time it takes to absorb plus a buffer so you’re not still waiting to feel tired when your head hits the pillow.

Once melatonin enters your bloodstream, it doesn’t stick around long. Its half-life is only 20 to 40 minutes, meaning half the dose is already cleared from your body in under an hour. In total, melatonin stays active in your system for roughly four to five hours. This is important: if you take it too early in the evening, the effect may wear off before you’ve gotten a full night of sleep.

Immediate-Release vs. Extended-Release

The two main formulations work on very different timelines. Immediate-release melatonin hits fast and fades fast, maintaining effective levels for around 3.7 hours in one crossover study. Extended-release melatonin, sometimes labeled “slow release” or “prolonged release,” dissolves gradually and maintained sleep-supporting levels for a median of 6.7 hours in the same study.

If your problem is falling asleep, immediate-release is the better match. It floods your system quickly and signals your brain that it’s time to wind down. If your problem is waking up at 2 or 3 a.m. and not being able to fall back asleep, extended-release may be more useful because it continues to release melatonin through the night. The trade-off is that extended-release can take slightly longer to produce that initial wave of drowsiness, so taking it a full two hours before bed is a good idea.

Timing for Jet Lag

Jet lag is a different situation, and the timing rules change. When you’re trying to reset your internal clock rather than just fall asleep tonight, when you take melatonin relative to your body’s own rhythm matters more than when you take it relative to bedtime.

For eastward travel, the CDC recommends taking melatonin about 90 minutes before your target bedtime in the new time zone. This nudges your internal clock earlier, helping you adapt to the time shift. For westward travel, you’d take it when your body thinks it’s morning, which pushes your clock in the opposite direction. In both cases, a low dose of 0.5 to 1 mg is often enough to trigger a circadian shift. Higher doses above 5 mg aren’t recommended for jet lag because the excess melatonin lingers in your system and can end up active at the wrong time of day as your body processes it.

One timing trap to avoid: taking melatonin during the hours when your body is already producing its own, roughly between midnight and 5 a.m. body-clock time. Adding more melatonin on top of your natural peak doesn’t help much.

Timing for Delayed Sleep Phase

If you’re a natural night owl whose sleep schedule is shifted far later than you want, melatonin works differently than it does for ordinary insomnia. Rather than knocking you out right before bed, the goal is to gradually pull your entire sleep cycle earlier.

Research suggests the most effective approach is to take a small dose, around 0.5 mg, about six to eight hours before your usual fall-asleep time. So if you normally can’t fall asleep until 2 a.m., you’d take it around 6 to 8 p.m. This feels counterintuitive because you’re taking it long before you actually want to sleep, but at that dose and timing, melatonin acts as a clock-shifting signal rather than a sedative. Larger doses aren’t necessarily better here. Studies have found that 0.5 mg is just as effective at shifting the clock as higher doses, with less residual grogginess.

Why It May Feel Like It’s Not Working

Several common mistakes make melatonin seem ineffective. The first is bright light exposure. Melatonin’s job is to reinforce your body’s darkness signal. If you take it and then scroll your phone or sit under bright overhead lights, you’re sending your brain contradictory messages. The light suppresses the very process melatonin is trying to support.

The second issue is dose. Many over-the-counter products contain 5 or 10 mg, which is far more than most people need. Higher doses can actually disrupt your sleep architecture, leaving you groggy the next morning or causing you to wake up in the middle of the night as the excess clears your system. For most adults, 0.5 to 3 mg is a reasonable range.

Eating a large meal close to when you take melatonin can also slow absorption. A heavy or fatty meal keeps the tablet sitting in your stomach longer, delaying the onset by 30 minutes or more compared to taking it on a relatively empty stomach.

How Age Affects the Timing

Older adults have a shifted relationship between their melatonin rhythm and their sleep. Research published in the American Journal of Physiology found that older people tend to fall asleep and wake up earlier relative to their melatonin cycle. They also wake up at a point when their natural melatonin levels are still relatively high, while younger adults typically wake after melatonin has already dropped off.

This means that for older adults, the timing of supplemental melatonin may need to be adjusted slightly earlier in the evening to align with their naturally advanced clock. The duration of natural melatonin production doesn’t shrink with age, but the whole cycle shifts forward, so taking a supplement at the same clock time a younger person would may not hit the optimal window.
