The type of melatonin you took is the single biggest factor in how long it sticks around. Immediate-release tablets flood your system quickly, peak within about an hour, and clear out faster. Most people find the sleepiness from an immediate-release dose fades within four to five hours.

Extended-release (sometimes labeled “time release”) formulations are designed to release melatonin gradually, mimicking the way your body naturally produces it over the course of a night. These versions take longer to kick in, often up to an hour, and the drowsiness they cause generally persists for several hours beyond what you’d feel from a standard tablet. One small study found that blood melatonin levels stayed elevated above baseline for nearly 10 hours after a combined fast-release and extended-release dose. Plasma levels from a single extended-release dose return to normal within 24 hours, but the functional sleepiness typically resolves well before that.

Why Some People Feel It Longer

The FAA lists melatonin as generally safe for pilots but notes that taking it at the wrong time can worsen jet lag and cause daytime drowsiness. That’s a useful principle for anyone: the risk isn’t really about melatonin being dangerous the next day, it’s about whether you still feel its sedating effects.

A practical rule is to allow at least seven to eight hours between taking an immediate-release dose and any activity that requires full alertness. For extended-release formulations, give yourself closer to eight to ten hours. If you wake up and still feel noticeably drowsy, that’s your body telling you the melatonin hasn’t fully cleared. Bright light exposure in the morning, which naturally suppresses melatonin production, can help shake off residual sleepiness faster.

How to Reduce Lingering Effects

If melatonin is consistently lasting too long for you, the simplest fix is lowering your dose. Start with the smallest available option (usually 0.5 or 1 mg) and only increase if that doesn’t help you fall asleep.
