How Long Is the Average Sleep Cycle?

The average sleep cycle lasts about 90 minutes, though cycles can range from 90 to 120 minutes depending on the individual and the time of night. Most adults move through four to six of these cycles per night, which is why seven to nine hours of sleep tends to be the sweet spot for feeling rested.

What Happens in a Single Cycle

Each sleep cycle moves through four distinct stages, three of which are non-REM sleep, followed by one stage of REM (rapid eye movement) sleep. The stages aren’t evenly split. Stage 2, a lighter form of non-REM sleep, takes up the largest chunk at roughly 45% of your total sleep time. Deep sleep (stage 3) and REM sleep each account for about 25%. Stage 1, the drowsy transition period when you first drift off, lasts only a few minutes and makes up around 5% of total sleep.

Here’s what each stage does for you:

How Cycles Change Through the Night

Not every 90-minute cycle looks the same. In the first half of the night, your body prioritizes deep sleep. You’ll spend longer stretches in stage 3, and your REM periods will be short, sometimes only about 10 minutes. As the night goes on, deep sleep shrinks and REM periods grow longer, eventually lasting up to an hour in your final cycle before waking. This is why cutting your sleep short in the morning disproportionately costs you REM sleep, which plays a key role in emotional regulation and memory.

Why Waking Mid-Cycle Feels Terrible

That heavy, confused feeling when an alarm jolts you awake is called sleep inertia, and it’s worse when you’re pulled out of deep sleep. Research from the National Institute for Occupational Safety and Health found that sleep inertia is more intense when the brain has had time to settle into deeper stages, which is why a long nap during the early morning hours (when your drive for deep sleep is strongest) can leave you feeling worse than before you slept.

If you consistently wake up feeling groggy, your alarm may be landing in the middle of a deep sleep phase. Shifting your wake time by 15 to 30 minutes in either direction can sometimes land you in a lighter stage, making mornings noticeably easier.

Sleep Cycles at Different Ages

Babies have shorter sleep cycles and spend a much larger proportion of their sleep in REM, which supports the rapid brain development happening in the first years of life. As children grow, their cycles lengthen and REM time decreases. By the time a child starts school, their sleep cycle is roughly 90 minutes, similar to an adult’s. In older adults, deep sleep naturally declines, which partly explains why sleep feels lighter and less restorative with age.

What Disrupts Your Cycles

Alcohol is one of the most common cycle disruptors. It may help you fall asleep faster, but it suppresses REM sleep, particularly in the second half of the night. Over time, this creates a pattern where people sleep for a reasonable number of hours but wake up feeling unrested because their cycles are incomplete. The brain compensates by increasing the drive for REM on subsequent nights, which can lead to unusually vivid or disturbing dreams after a night of drinking.

Caffeine works differently. It doesn’t suppress a specific sleep stage so much as delay the onset of sleep entirely, effectively shortening your total sleep window and reducing the number of complete cycles you get.

Sleep apnea fragments cycles in a more physical way. Repeated pauses in breathing cause brief arousals throughout the night, often without the person fully waking. These micro-awakenings prevent the brain from completing deep sleep stages, which over time has been linked to reduced insulin sensitivity, impaired attention, and changes in emotional processing. Men tend to get more deep sleep than women, and researchers have suggested this may offer some protection against cognitive decline.

Timing Sleep With Your Cycles

Because each cycle runs roughly 90 minutes, you can count backward from your desired wake time to find ideal bedtimes. If you need to wake at 6:30 a.m. and want five full cycles (7.5 hours of sleep), you’d aim to fall asleep by 11:00 p.m. Add 10 to 20 minutes for the time it takes to actually drift off, and your “lights out” target becomes around 10:40 p.m.

If you use melatonin to help with sleep onset, timing matters more than dose. Taking it roughly three to four hours before your desired sleep time, rather than right at bedtime, aligns with how the body naturally ramps up its own melatonin production. Research published in CNS Spectrums found that taking melatonin around 6:00 p.m. for a typical bedtime significantly reduced the time it took to fall asleep, effectively adding usable sleep time that was previously lost to tossing and turning.

The practical takeaway: a single sleep cycle is about 90 minutes, but what matters more than any one cycle is stringing enough of them together, uninterrupted, to let your brain complete the full progression from light sleep to deep sleep to REM. Four cycles (six hours) is the minimum most adults need to function. Five or six cycles (7.5 to 9 hours) is where cognitive performance and mood tend to be at their best.
