How Long Should You Be in Deep Sleep Each Night?

Healthy adults spend about 25% of their total sleep time in deep sleep. For someone sleeping seven to eight hours, that works out to roughly 1.75 to 2 hours per night. This percentage isn’t a rigid target you need to hit every single night, but consistently falling well below it can affect your health in measurable ways.

What Counts as Deep Sleep

Deep sleep is Stage 3 of non-REM sleep, sometimes called slow-wave sleep because of the distinctive pattern it creates in brain activity measurements. It’s the hardest stage to wake from. If someone shakes you awake during deep sleep, you’ll feel groggy and disoriented for several minutes.

Your body doesn’t distribute deep sleep evenly across the night. Most of it is concentrated in the first half of your sleep, particularly in the first two or three sleep cycles. As the night progresses, your cycles shift toward more REM sleep (the dreaming stage) and less deep sleep. This is why cutting your night short by going to bed late but waking at your usual time tends to cost you REM sleep, while trouble falling asleep or waking frequently in the early hours can eat into your deep sleep.

How Deep Sleep Changes With Age

Children and adolescents get the most deep sleep of any age group, which makes sense given how much physical and neurological development is happening during those years. Starting in early adulthood, deep sleep begins a gradual decline. By your 30s and 40s, you may notice lighter, more fragmented sleep compared to your twenties. This decline continues but eventually levels off around your 70s. Reduced deep sleep in older adults is a normal part of aging, not necessarily a sign of a sleep disorder, though it can compound other health issues.

What Your Body Does During Deep Sleep

Deep sleep is when your body handles some of its most critical maintenance work. Growth hormone release peaks during this stage, which drives tissue repair, muscle recovery, and immune system strengthening. This is why athletes and people recovering from illness or injury benefit so much from consistent, quality sleep.

Your brain has its own cleanup system, sometimes called the glymphatic system, that works best during deep sleep specifically. During slow-wave sleep, the spaces between brain cells physically expand, allowing cerebrospinal fluid to flow more freely and flush out metabolic waste. Among the waste products cleared are amyloid-beta and tau proteins, both of which are associated with Alzheimer’s disease when they accumulate. The brain also clears lactic acid and rebalances potassium levels during this process. A chemical messenger called norepinephrine drops during deep sleep, which relaxes the brain’s waste-removal pathways and makes the whole system more efficient.

This is one reason researchers have identified a link between chronic sleep deprivation and an increased risk of dementia among older adults. Insufficient sleep disrupts these neural cleanup processes and impairs cognitive functioning over time. Beyond brain health, poor sleep contributes to the development and worsening of cardiovascular and metabolic diseases. In adolescents, insufficient sleep is tied to depressive symptoms and suicidal thoughts.

Signs You’re Not Getting Enough

Without a sleep tracker or a clinical sleep study, you can’t measure your deep sleep directly. But your body gives you clues. Waking up feeling unrefreshed despite sleeping a full seven or eight hours is one of the most common signs. Feeling mentally foggy throughout the day, catching colds more frequently, or noticing that muscle soreness from exercise lingers longer than expected can all point to insufficient deep sleep. How to Get More Deep Sleep

You can’t force your brain into deep sleep, but you can create the conditions that make it far more likely.

Keep a consistent schedule. Going to bed and waking up at the same time every day, including weekends, keeps your internal clock calibrated. This helps your body move through sleep stages in a predictable, efficient pattern.

Cool your bedroom down. The optimal sleeping temperature is 60 to 67°F (15 to 19°C). Your core body temperature needs to drop slightly to initiate and maintain deep sleep, and a cool room supports that process.

Control light exposure strategically. Spend time outside in the morning to help anchor your circadian rhythm. At night, darkness triggers melatonin production, so dim the lights, use blackout curtains, and consider an eye mask if your room isn’t fully dark.

Exercise regularly. Aim for about 150 minutes of moderate-intensity exercise per week plus two strength-training sessions. Physical activity reliably improves sleep quality, including time spent in deep sleep. Just avoid intense workouts close to bedtime.

Limit alcohol, caffeine, and nicotine. Alcohol before bed delays REM sleep and causes more awakenings during the night, fragmenting your overall sleep architecture. Caffeine stimulates your central nervous system and can interfere with sleep even hours after your last cup. Nicotine is also a stimulant, and smokers often wake during the night due to withdrawal.

Manage noise and stress. A noisy environment fragments sleep before you even realize it. Earplugs or a white noise machine can help. Pink noise, which emphasizes lower frequencies, has shown particular promise for supporting deep sleep in at least one study. Stress-reduction practices like meditation or yoga can also help your body transition into deeper stages more easily.

Put screens away before bed. The light from phones and tablets suppresses melatonin, and the mental stimulation from scrolling keeps your brain in a state that resists the transition into slow-wave sleep.
