30 Seconds Works for Most Adults

The 60-second group gained range of motion at roughly four times the rate of the 15-second group (2.4 degrees per week versus 0.6 degrees). More importantly, those gains stuck around: four weeks after the stretching program ended, the 60-second group still retained 5.4 degrees of improvement, while the other groups had nearly returned to baseline.
The reason comes down to age-related changes in muscle and connective tissue. As you get older, muscles become stiffer and collagen builds up in and around the tissue. A longer hold gives the muscle more time to release that tension and adapt. If you’re in this age range, aiming for 60 seconds per stretch is worth the extra time.
Before a Workout: Keep It Under 60 Seconds
Static stretching before exercise has gotten a bad reputation, but the actual performance cost depends entirely on how long you hold each stretch. Short holds of 60 seconds or less per muscle group reduce strength and power by only about 1 to 2 percent, a difference so small it’s practically irrelevant. Go beyond 60 seconds per muscle group, though, and the drop becomes meaningful: 4 to 7.5 percent decreases in strength and explosive power.
So if you like stretching before a run or a lifting session, you don’t need to abandon it. Just keep each hold brief (15 to 30 seconds) and limit the total time spent on any single muscle group to under a minute. Better yet, follow your static stretches with dynamic movements and sport-specific warm-up activities. Research shows that when short static stretching is folded into a full warm-up that includes dynamic stretches, repeated sprint and agility performance stays intact.
How Dynamic Stretching Differs
Dynamic stretching isn’t measured in hold time because you’re not holding anything. Instead, you move through a controlled range of motion repeatedly. In research settings, each dynamic stretch is typically performed for about 30 seconds of continuous movement, which translates to roughly 30 to 40 repetitions per leg depending on the exercise. Common examples include high knee lifts, butt kicks, and leg swings.

PNF Stretching: The Contraction Phase
PNF stretching (sometimes called “hold-relax” stretching) involves contracting the muscle against resistance before relaxing into a deeper stretch. It’s one of the fastest ways to gain flexibility, but people often wonder how long to hold the contraction phase. Research testing 3-second, 6-second, and 10-second contractions found no difference in flexibility gains between the three. All produced significant improvements in range of motion.
This means you can keep the contraction short, around 3 to 6 seconds, then relax and ease into the stretch for 20 to 30 seconds. PNF stretching works best with a partner or a strap, and it’s typically done after a workout or as a standalone flexibility session rather than before intense activity.
How Much Total Stretching You Need Per Week
Individual hold times matter, but so does your total weekly volume. A study that assigned people to stretch their calves daily for either 10 minutes, 30 minutes, or a full hour found that all three groups made significant flexibility gains over six weeks. The 30-minute group improved more than the 10-minute group, but doubling from 30 to 60 minutes didn’t double the results. The sweet spot for efficiency appears to be somewhere around 10 to 30 minutes of total daily stretching time across all muscle groups.
For practical purposes, this means a 10- to 15-minute stretching routine done most days of the week, where you hold each position for 30 seconds and cycle through your major muscle groups, is enough to build and maintain meaningful flexibility. Consistency matters more than marathon stretching sessions. Five minutes every day will outperform 30 minutes once a week.
