For your first ice bath, aim for 2 to 3 minutes. That’s enough time to trigger the beneficial cold stress response without pushing your body past what it can handle as a beginner. The water should be around 59°F (15°C), which is cold enough to be effective but warmer than the near-freezing temperatures experienced plungers use.

Why 2 to 3 Minutes Is the Sweet Spot

When you first hit cold water, your body goes through what’s called a cold shock response. Within the first 30 seconds, your heart rate spikes, your breathing becomes rapid and shallow, and your blood vessels constrict. This is the hardest part. For most people, that shock response stabilizes after about 3 minutes, which is exactly why beginners should cap their time there. You get the adaptation stimulus without white-knuckling through a prolonged session your nervous system isn’t ready for.

Staying in longer won’t give you dramatically better results on day one. What it will do is increase your risk of excessive cooling, numbness in your extremities, and a miserable experience that makes you never want to do it again. The goal for the first several sessions is building tolerance gradually. Once 3 minutes at 59°F feels manageable, you can start extending by 30 to 60 seconds per session or lowering the temperature slightly.

How Deep to Go

You don’t need to submerge to your neck on the first attempt. Most beginners do well starting with water up to the belly button or waist. This exposes enough skin surface to trigger the cold response while keeping your chest and upper body out, which feels far less overwhelming. Over time, you can work up to chest or neck depth, which produces a stronger response because more of your body is in contact with cold water.

What Happens When You Get Out

Here’s something most beginners don’t expect: your core body temperature keeps dropping after you leave the water. This is called afterdrop, and it happens because cold blood from your extremities continues circulating inward toward your core for several minutes after you’ve toweled off. During afterdrop, you may feel colder than you did while actually sitting in the ice bath. It’s normal, but it means how you rewarm matters.

Resist the urge to jump into a hot shower immediately. A sudden temperature swing can stress your cardiovascular system and your nervous system in ways that work against the recovery you’re trying to achieve. Instead, follow this sequence:

  • Dry off completely with a towel and put on warm, dry clothes right away.
  • Breathe slowly and deeply for a minute or two. This helps regulate your nervous system and prevents the panicky, shivery feeling from escalating.
  • Move your body gently. Air squats, pushups, arm circles, leg swings, or even a slow walk. Light movement generates internal heat and speeds rewarming from the inside out.
  • Eat or drink something warm once you’ve been moving for a few minutes. A hot tea or bowl of soup helps bring your core temperature back up.

Only take a hot shower after your body temperature feels like it’s returned to normal, which typically takes 15 to 30 minutes depending on how long you were immersed and how cold the water was.

Timing Around Strength Training

If you’re doing ice baths for workout recovery, timing matters more than most people realize. A study published in The Journal of Physiology found that cold water immersion performed within minutes of strength training blunted the signals your muscles use to grow and adapt. Over time, this translated to smaller gains in both muscle size and strength compared to people who skipped the ice bath entirely.

This doesn’t mean ice baths and lifting are incompatible. It means you should avoid plunging right after a session where building muscle is the goal. Waiting at least 4 to 6 hours creates enough separation for those growth signals to do their work before you introduce the cold stimulus. If your primary goal on a given day is endurance or general recovery rather than hypertrophy, the timing is less critical.

Who Should Skip Ice Baths Entirely

Cold immersion causes significant blood vessel constriction, which is part of how it works. But for people with certain conditions, that constriction creates real danger. Raynaud’s phenomenon is the clearest example. Even in patients whose symptoms are well controlled with medication, cold exposure can trigger severe vasospasm, drastically reducing blood flow to the fingers and toes. In one documented case, blood flow to all five fingertips was markedly decreased or absent after just 3 minutes of cold exposure at 50°F, with pain and tingling lasting 15 minutes afterward.

People with uncontrolled high blood pressure, a history of heart attack or stroke, or other cardiovascular conditions face elevated risk from the rapid spike in heart rate and blood pressure that cold immersion causes. If any of these apply to you, talk to your doctor before trying an ice bath.

A Simple First-Timer Protocol

Fill your tub with cold water and add ice until you reach roughly 59°F (a cheap pool thermometer works fine). Set a timer for 2 minutes. Enter slowly, lowering yourself to waist or belly button depth. Focus on controlling your breathing through the initial shock. If 2 minutes feels tolerable, stay for a third minute. Then get out, dry off, and rewarm actively with movement before reaching for the hot shower.

Most people find that within 5 to 10 sessions at this level, the cold shock becomes noticeably easier to manage. That’s your signal to push the duration toward 5 minutes or lower the temperature by a few degrees. The adaptation is cumulative, so consistency at a tolerable level beats one heroic session that leaves you dreading the next one.
