If you’ve never done a cold plunge before, start with just 1 to 2 minutes. That’s enough to trigger the initial physiological response without overwhelming your system. Each session, you can add 30 seconds to a minute until you reach a duration that feels challenging but manageable.
After a few weeks of regular cold exposure, most people can comfortably handle 2 to 3 minutes per session. Athletes who use ice baths for post-workout recovery often work up to 5 to 10 minutes as they acclimate. Some sports medicine protocols recommend up to 10 to 20 minutes at temperatures in the 50 to 59°F range, but that upper end is really for experienced, conditioned users.
A useful weekly target: aim for about 11 minutes of total cold exposure spread across 2 to 4 sessions. Research by physiologist Susanna Søberg found this amount is enough to activate brown fat (the calorie-burning type) and boost metabolism. That works out to roughly 1 to 5 minutes per session, which is realistic for most people.
How Water Temperature Changes the Equation
Temperature and time work as a pair. Colder water delivers a stronger stimulus faster, which means you need less time in it. At 55°F (13°C), often considered the sweet spot, a 5-to-10-minute session is effective for recovery. Drop the temperature below 50°F (10°C) and you’re entering territory that can shock the system, so sessions should stay much shorter.
Water below 50°F is where risk rises sharply. At these temperatures, even a few minutes can drive your core body temperature down significantly. If you’re using water that cold, 1 to 3 minutes is a safer window. No matter how experienced you are, going below 35°F is dangerous and unnecessary for any recovery or health benefit.
What Happens in Your Body During Immersion
The cold triggers a cascade that starts within seconds. Blood vessels near your skin and muscles constrict, reducing blood flow to your extremities and redirecting it toward your organs. This vasoconstriction is the primary mechanism behind the recovery benefits. It slows the release of inflammatory compounds, limits swelling, and reduces fluid buildup in damaged tissue.
At the same time, your tissue temperature drops, which slows local metabolism and nerve conduction speed. That’s why soreness and pain decrease: cold signals simply travel more slowly along cooled nerves, and the reduced metabolic rate gives cells a chance to recover without generating more waste products. These effects ramp up over the first few minutes and continue to deepen the longer you stay in.
Cold exposure also produces a significant neurochemical response. Immersion can increase dopamine levels by roughly 250% and noradrenaline by up to 530%. Dopamine is what gives you that sharp, clear, energized feeling after a cold plunge. Noradrenaline sharpens focus and alertness. These elevations can last for hours after you get out, which is why many people report improved mood and mental clarity well beyond the session itself.
Ice Baths and Muscle Growth
If you’re strength training to build muscle, timing matters more than duration. Most studies showing that cold water immersion blunts muscle growth used ice baths immediately after resistance training. One study found that a 15-minute cold plunge right after lifting reduced testosterone release and key signaling molecules involved in muscle repair.
The American College of Sports Medicine suggests waiting 4 to 6 hours after a strength workout before using cold immersion. This gives your body time to initiate the inflammatory response that drives muscle adaptation. If your primary goal is hypertrophy and nothing else, you may want to skip ice baths on lifting days entirely and save them for rest days or after endurance work.
The Afterdrop Effect
One thing that catches people off guard: you keep getting colder after you get out. For 30 to 45 minutes after exiting an ice bath, your core temperature continues to drop before it stabilizes and climbs back up. This is called “afterdrop,” and it happens because your blood vessels reopen once you leave the cold, sending chilled blood from your limbs back to your core.
The longer and colder your session, the more pronounced the afterdrop. In experiments with cool water exposure, subjects who spent time in 60°F water saw their core temperature fall about half a degree after getting out and dressing warmly. At colder temperatures, the drop was steeper and took longer to reverse.
This has practical implications. Get dressed in warm, dry clothes immediately after your session, even if you feel fine at first. Don’t jump into a hot shower right away. Hot water accelerates the return of cold blood to your core and can make you lightheaded or cause fainting. Wait until you feel fully warmed up before showering. And don’t drive or ride a bike until your temperature has recovered, which can take up to 45 minutes after a longer session.
When Ice Baths Become Dangerous
The main risks are hypothermia and cold shock. Staying too long causes your core body temperature to fall to unsafe levels, which makes blood vessels in your extremities constrict dangerously and can lead to loss of consciousness. Frostbite is also possible at very low temperatures, particularly on fingers and toes.
Certain people should avoid ice baths entirely: those with cardiovascular disease, uncontrolled high blood pressure, Raynaud’s disease (where fingers and toes lose circulation in the cold), hypothyroidism, or a history of cold injury. If you have any of these conditions, cold immersion carries risks that outweigh the benefits.
For everyone else, the simplest safety rule is to get out before you feel like you need to. Your body will continue cooling for another 30 to 45 minutes, so the moment you start shivering hard or feel numbness spreading, you’ve already gone far enough. Leave yourself a margin, especially in your first few weeks.
