Most people start losing weight with a daily fasting window of 14 to 16 hours, which translates to skipping one meal or compressing your eating into a shorter part of the day. The weight loss itself comes from eating fewer total calories, but the length of your fast influences how your body shifts from burning food energy to burning stored fat. Longer fasts push that shift further, but they also get harder to sustain and carry more risk of muscle loss.
What Happens in Your Body Hour by Hour
When you stop eating, your body works through its available fuel in a predictable sequence. For roughly the first 4 to 6 hours, it processes and absorbs your last meal. During this window, insulin levels are elevated, and your body is storing energy rather than releasing it.
Between 8 and 12 hours without food, insulin drops enough that your body begins tapping into glycogen, the stored sugar in your liver and muscles. Once glycogen runs low, fat cells start releasing fatty acids into the bloodstream to be burned for energy. This process, called fat oxidation, ramps up significantly as the fast extends. Research published in the American Journal of Physiology found that a 24-hour fast increased circulating fatty acid levels nearly threefold compared to an overnight fast, with corresponding drops in both insulin and blood sugar. In practical terms, the longer you fast beyond 12 hours, the more your metabolism leans on body fat for fuel.

Animal studies suggest this kicks in somewhere between 24 and 48 hours of fasting, but there isn’t enough human research to pin down the exact timing. For most people focused on weight loss rather than cellular repair, fasts in the 14 to 20 hour range are where the practical benefits live.
The Most Common Fasting Windows
Intermittent fasting protocols are usually described by two numbers: hours fasted and hours available for eating.
- 14:10 is the gentlest approach. You might finish dinner at 7 p.m. and eat breakfast at 9 a.m. This creates a modest calorie reduction and is easy to maintain long term, though the metabolic shift toward fat burning is just getting started at the 14-hour mark.
- 16:8 is the most widely practiced and studied protocol. A typical schedule means eating between 11 a.m. and 7 p.m. and fasting the rest of the day. Cleveland Clinic describes this as a safer starting point for people trying intermittent fasting for the first time. Most research on fasting and weight loss uses this window or something close to it.
- 18:6 compresses eating further, often to lunch and an early dinner. The extra two hours of fasting pushes fat oxidation higher, and many people find it naturally limits how much they eat since fitting three meals into six hours is difficult.
- 20:4 (the “warrior diet”) restricts eating to a single four-hour window each day. A University of Illinois Chicago study followed obese women on this protocol for eight weeks and found meaningful weight loss without calorie counting. However, this level of restriction is harder to sustain and may not suit everyone.
For most people, the 16:8 window hits the sweet spot: long enough to shift your body toward fat burning, short enough to fit into a normal social and work schedule. If weight loss stalls after several weeks, narrowing to 18:6 is a reasonable next step before jumping to more aggressive protocols.
How Much Weight You Can Expect to Lose
Fasting doesn’t override the basic math of energy balance. You lose weight when you consume fewer calories than you burn, and fasting works primarily by shrinking the window in which you eat, making it harder to overeat. Most people practicing 16:8 fasting lose between 1 and 2 pounds per week, roughly the same rate as traditional calorie restriction. The difference is that many people find it simpler to follow a time rule than to track every meal.
The first week often produces a larger drop on the scale, sometimes 3 to 5 pounds, but most of that is water weight from lower glycogen stores. True fat loss settles into a steadier pace after that initial flush. If you’re eating the same number of calories you always have but cramming them into a shorter window, you won’t lose weight. The fasting window creates the opportunity for a calorie deficit; it doesn’t guarantee one.
Muscle Loss Is a Real Concern
One downside of fasting that doesn’t get enough attention is the potential for losing lean muscle along with fat. Research highlighted by Harvard Health found that an intermittent fasting group lost more muscle mass than a group eating the same number of reduced calories spread throughout the day. Muscle loss slows your metabolism, making it easier to regain weight later.
The good news is that this appears to be preventable. Studies that combined intermittent fasting with resistance training (bodyweight exercises, weight lifting, or similar activity) did not show the same muscle loss. If you’re fasting to lose weight, some form of strength training two to three times a week is one of the most important things you can do to protect your results. Prioritizing protein during your eating window also helps, aiming for roughly 25 to 30 grams per meal.
Considerations for Women
Women’s hormonal systems can respond differently to fasting, which has led to recommendations for shorter fasting windows. The University of Illinois Chicago study on the warrior diet (a four-hour eating window) tracked reproductive and metabolic hormones in both pre-menopausal and post-menopausal women over eight weeks. Most hormone levels, including estrogen, testosterone, and thyroid hormones, stayed stable. One hormone called DHEA, which plays a role in producing estrogen and testosterone, dropped by about 14% in both groups, though it remained within the normal range.
Perimenopausal women in their 40s were excluded from that study, so less is known about how fasting affects hormones during that transitional period. Many nutrition researchers suggest women start with a 14:10 window and gradually extend it, paying attention to changes in menstrual regularity, energy, and sleep as signals that the fasting window may be too aggressive.
Choosing a Fasting Length That Works
The best fasting duration is the one you can stick with for months, not days. A 20-hour fast burns more fat per hour than a 14-hour fast, but if it leads to binge eating during your window or you abandon it after two weeks, the net result is worse. Start with 14 to 16 hours and hold that schedule consistently for at least three to four weeks before deciding whether to extend it.
Timing matters too. Most people find it easier to skip or delay breakfast than to skip dinner, partly because evening meals tend to be social and partly because going to bed hungry disrupts sleep for some people. Aligning your eating window with the middle of the day (roughly 10 a.m. to 6 p.m.) also fits better with your body’s natural insulin sensitivity, which is highest earlier in the day.
People with diabetes, a history of eating disorders, or those taking medications that require food should approach fasting cautiously. The International Diabetes Federation specifically recommends that people with diabetes work with a healthcare professional before starting any fasting protocol, since blood sugar management changes significantly when meals are skipped. For most otherwise healthy adults, a 16:8 fasting schedule carries minimal risk and is a reasonable place to start.
