Most people need to eat roughly 300 to 500 calories per day above their maintenance level to gain muscle at an optimal rate. That surplus, combined with consistent resistance training and enough protein, supports about half a pound to two pounds of muscle gain per month. The exact number depends on your body size, activity level, training experience, and age.
Why You Need a Surplus at All
Building muscle tissue is an energy-expensive process. Synthesizing one gram of new protein in the body costs roughly 8.7 calories, and only about 5.7 of those calories end up stored in the tissue itself. The remaining 3 calories per gram are burned as metabolic “overhead,” the energy your body spends assembling that new tissue. This means your body needs fuel beyond what it takes to maintain your current weight. Without that extra energy, muscle growth slows significantly or stalls entirely.
A surplus of 300 to 500 calories per day hits the sweet spot. It provides enough raw material for muscle protein synthesis without flooding your body with energy it can only store as fat. Going much higher than that doesn’t speed up the process. Research on strength-trained athletes shows that greater rates of weight gain mostly just add more body fat, not additional lean mass.
How to Find Your Maintenance Calories
Your maintenance level, sometimes called your total daily energy expenditure, is the number of calories you burn in a full day including exercise, digestion, and all the small movements you make without thinking about it. The simplest way to estimate it is to multiply your body weight in pounds by 14 to 17, depending on how active you are. Someone who weighs 170 pounds and exercises four times a week might land around 2,550 to 2,900 calories per day as a starting point.
For a more precise estimate, you can use a metabolic rate formula. The most common one, Mifflin-St Jeor, works well for the general population. But if you already carry significant muscle mass, the Katch-McArdle formula is more accurate because it factors in your lean body mass directly. That formula calculates your resting metabolic rate as 370 + (21.6 × your fat-free mass in kilograms), and you then multiply the result by an activity factor (typically 1.4 to 1.7 for people who lift weights regularly).
No formula is perfect. Treat the number you get as a starting point, then adjust based on what happens over two to three weeks. If your weight isn’t budging, add 100 to 200 calories. If you’re gaining more than about a pound per week, you’re likely adding unnecessary fat.
Your Body Fights Back During a Surplus
One reason calorie estimates can feel unreliable is that your body adjusts its energy expenditure when you eat more. Non-exercise activity thermogenesis, the energy you burn through fidgeting, walking around, maintaining posture, and other unconscious movements, tends to rise during a surplus. In a classic overfeeding study where participants ate 1,000 extra calories per day for eight weeks, there was a tenfold difference in how much fat people gained. The people who gained the least fat were those whose bodies ramped up spontaneous physical activity the most, burning up to 438 extra calories per day through movement they weren’t even aware of.
This means two people eating the same surplus can get very different results. Women in that study increased their unconscious activity less on average than men, which led to more fat storage from the same calorie load. The practical takeaway: if your weight isn’t changing on a calculated surplus, your body may be compensating. Track your weight weekly and adjust your intake based on real results, not just math.
How Much Protein You Actually Need
Calories get you into a surplus, but protein is the raw material for new muscle. People who lift weights regularly need 1.2 to 1.7 grams of protein per kilogram of body weight per day. For a 180-pound person (about 82 kg), that translates to roughly 100 to 140 grams daily. Going above 2 grams per kilogram offers no additional benefit for muscle growth and is generally considered excessive.
The standard recommendation for sedentary adults is just 0.36 grams per pound of body weight, which is far too low for someone trying to build muscle. If you’ve been eating that amount and start a training program, nearly doubling your protein intake is one of the single most impactful changes you can make. Without adequate protein, extra calories get stored almost entirely as fat. One study found that when participants ate a high-calorie diet with low protein, more than 90% of the excess energy went straight to fat, with no change in lean body mass at all.
Splitting the Rest Between Carbs and Fat
Once protein is accounted for, the remaining calories should come primarily from carbohydrates, with a moderate amount of fat. A well-supported breakdown for muscle gain looks like this:
- Carbohydrates: 45 to 50% of total calories
- Protein: 30 to 35% of total calories
- Fat: 20 to 25% of total calories
On a 2,500-calorie diet, that means roughly 280 to 310 grams of carbs, 190 to 220 grams of protein, and 55 to 70 grams of fat. Carbohydrates matter more than many people realize during a muscle-building phase. They fuel your training sessions, replenish glycogen in your muscles after lifting, and support the hormonal environment that promotes growth. Cutting carbs too low during a surplus is counterproductive.
Realistic Rates of Muscle Gain
Even with perfect nutrition and training, there’s a ceiling on how fast your body can build muscle naturally. Most people gain between half a pound and two pounds of muscle per month. Beginners on the higher end of that range often see noticeable progress in their first one to three months, then the rate slows. Over a full year, 8 to 15 pounds of new muscle is a realistic expectation, with some individual variation.
This is important context for setting your surplus. If the maximum rate of muscle gain is roughly two pounds per month, and you’re gaining four or five pounds per month, the extra is almost certainly fat. A moderate surplus keeps the ratio favorable. Gaining weight slowly, around two to four pounds per month total (which includes some water and glycogen), helps ensure that most of what you’re adding is lean tissue.
How Needs Change With Age
Adults over 50 face a harder road to muscle gain. The body becomes less efficient at using protein to build new tissue, a phenomenon sometimes called anabolic resistance. This doesn’t mean muscle growth is impossible, but it does mean the details matter more. Resistance training with heavy loads, paired with higher protein intake, produces the most improvement in muscle mass and strength for older adults. Whey protein appears to be more effective than plant-based or casein protein sources in this population.
The caloric surplus recommendations stay roughly the same, but older adults may benefit from staying closer to the 300-calorie end of the range since excess fat gain carries greater metabolic risks with age. Prioritizing protein quality and timing, such as spreading intake across meals rather than loading it into one sitting, also becomes more important as the body’s ability to process large protein doses in a single meal declines.
A Practical Starting Framework
To put this all together for a 170-pound person who lifts weights four days per week: estimate maintenance at roughly 2,600 calories, add 300 to 500 on top, and aim for about 2,900 to 3,100 calories per day. Within that, hit at least 120 grams of protein (and up to 140), fill roughly half your plate with carb-rich foods, and keep fat moderate. Weigh yourself at the same time each morning and track the weekly average. If the average goes up by about half a pound to one pound per week, you’re in the right zone.
If the scale doesn’t move after two weeks, add another 200 calories from carbohydrates. If you’re gaining faster than a pound per week and your lifts aren’t progressing proportionally, trim back by 100 to 200 calories. The surplus that works on paper and the one that works in your body are rarely identical on the first try.
