How Many Calories Do You Burn a Day Without Exercise?

Most adults burn between 1,300 and 2,000 calories a day without any exercise at all. That range depends heavily on your age, sex, height, and weight, but even on your laziest day, your body is using a surprising amount of energy just to keep you alive.

Where Those Calories Actually Go

Your body burns calories in three main ways that have nothing to do with a gym. The largest share, roughly 60% to 70% of your total daily burn, goes to your basal metabolic rate (BMR). This is the energy your body needs for basic survival functions: breathing, circulating blood, maintaining body temperature, repairing cells, and keeping your brain running. Even if you stayed in bed all day and didn’t move a muscle, your BMR alone would account for the majority of your calorie expenditure.

The second component is the energy your body spends digesting food, sometimes called the thermic effect of food. Every time you eat, your body uses calories to break down, absorb, and store nutrients. Protein costs the most to process, increasing your metabolic rate by 15% to 30% of the calories in that food. Carbohydrates bump it up by 5% to 10%, and fats require the least effort at 0% to 3%. On a typical mixed diet, digestion accounts for about 10% of your daily calorie burn.

The third piece is all the small movements you make throughout the day that aren’t formal exercise: standing up, walking to the kitchen, fidgeting, typing, even maintaining your posture. Researchers call this non-exercise activity thermogenesis, or NEAT. This category is wildly variable. According to Mayo Clinic researcher Dr. James Levine, NEAT can differ by up to 2,000 calories a day between two people of similar size, depending on their occupation and daily habits. A person with a desk job who barely moves will burn far less through NEAT than someone who spends the day on their feet.

Calorie Burn by Age and Sex

The Cleveland Clinic has published BMR estimates for average-sized American adults (men at about 5’9″ and 199 pounds, women at about 5’3½” and 172 pounds). These numbers represent the calories your body burns at rest, before adding any physical activity:

  • Age 20: 2,025 calories (men) / 1,581 calories (women)
  • Age 30: 1,968 calories (men) / 1,538 calories (women)
  • Age 40: 1,912 calories (men) / 1,495 calories (women)
  • Age 50: 1,855 calories (men) / 1,451 calories (women)

The pattern is clear: men burn more because they tend to be larger with more muscle mass, and the numbers drop steadily with age. But the decline is more gradual than most people think.

Metabolism Doesn’t Crash When You Think It Does

A large 2021 study published in Science upended the common belief that metabolism tanks in your 30s or 40s. Researchers found that both total daily energy expenditure and basal metabolic rate remain stable from ages 20 to 60, regardless of sex. The real decline begins around age 60, when metabolic rate drops by about 0.7% per year. By age 90 and beyond, total energy expenditure is roughly 26% below that of middle-aged adults.

So if you feel like your metabolism slowed down in your 30s, the more likely explanation is a gradual decrease in muscle mass and daily movement rather than some metabolic switch flipping. The biology stays relatively constant for decades longer than most people assume.

How to Estimate Your Personal Number

The most widely used formula for estimating BMR is the Mifflin-St Jeor equation. You’ll need your weight in kilograms, height in centimeters, and age in years:

  • Men: (10 × weight) + (6.25 × height) – (5 × age) + 5
  • Women: (10 × weight) + (6.25 × height) – (5 × age) – 161

To convert: divide your weight in pounds by 2.2 for kilograms, and multiply your height in inches by 2.54 for centimeters. The result gives you a rough baseline for what your body burns at complete rest. Your actual no-exercise burn will be somewhat higher once you factor in digestion and basic daily movement like walking around your house.

Why Body Composition Matters More Than Weight

Two people who weigh the same can have very different resting calorie burns. Muscle tissue burns about 4.5 to 7 calories per pound per day at rest. That’s modest on its own, but it adds up across your entire body. Fat tissue, by comparison, burns 50 to 100 times fewer calories pound for pound. Your internal organs are actually the biggest calorie consumers, with metabolic rates 15 to 40 times greater than the equivalent weight of muscle, but you can’t exactly grow a bigger liver on purpose.

What you can control is your ratio of muscle to fat. Someone carrying more lean mass on the same frame will have a higher resting metabolic rate than someone carrying more fat. This is one reason strength training pays dividends beyond the workout itself, and it’s a major reason men typically burn more calories at rest than women.

Calories Burned While Sleeping

Sleep is your body’s lowest energy state, but it’s far from zero. The average adult burns roughly 50 calories per hour while sleeping, according to Harvard Health Publishing. Over a typical eight-hour night, that’s about 400 calories spent on breathing, circulating blood, regulating hormones, and repairing tissue. Your brain alone remains highly active during sleep, consuming a significant portion of that energy to consolidate memories and clear metabolic waste.

People who are larger or have more muscle mass burn more during sleep, while smaller individuals burn less. The 50-calorie-per-hour figure is a rough average, not a precise measurement for everyone.

Small Habits That Shift the Number

Since NEAT is the most variable part of your non-exercise calorie burn, small behavioral changes can make a real difference. Standing burns more calories than sitting. Walking while on a phone call, taking stairs, pacing while you think, or even fidgeting all contribute. These sound trivial in isolation, but that 2,000-calorie gap researchers have observed between sedentary and active non-exercisers shows how dramatically these small movements accumulate over a full day.

What you eat also plays a role. Higher-protein meals cost more energy to digest than meals heavy in fat or simple carbohydrates. Eating the same total calories but shifting toward more protein can modestly increase the thermic effect of your food, nudging your daily burn slightly higher without any change in activity level.
