How Many Calories Do You Really Burn a Day?

Most people burn between 1,400 and 2,400 calories a day without any intentional exercise. Your exact number depends on your age, sex, weight, height, and how much you move, but the baseline is higher than most people expect. That’s because your body uses the bulk of its energy just keeping you alive.

The Three Parts of Your Daily Burn

Your total daily calorie burn breaks into three main components, and the split between them surprises most people.

Your basal metabolic rate, or BMR, accounts for roughly 70% of everything you burn. This is the energy your body needs to keep your heart beating, your lungs working, your brain running, and your cells repairing themselves while you do absolutely nothing. Even lying in bed all day, your body is burning a significant number of calories.

Digesting food takes about 10% of your daily energy. Your body has to break down, absorb, and process every meal, and that work costs calories. This is called the thermic effect of food. The most reliable way to estimate your resting calorie burn is the Mifflin-St Jeor equation, which a systematic review in the Journal of the American Dietetic Association found to be the most accurate formula, predicting within 10% of measured values in more people than any competing equation. It uses your weight in kilograms, height in centimeters, age in years, and sex to produce a resting metabolic rate.

For a rough sense of where you land: a 35-year-old woman who is 5’5″ and weighs 150 pounds has a resting metabolic rate of roughly 1,400 calories. A 35-year-old man who is 5’10” and weighs 180 pounds lands around 1,750. Multiply that number by an activity factor (1.2 for sedentary, 1.55 for moderately active, 1.9 for very active) and you get your estimated total daily burn. That sedentary woman would burn about 1,680 calories total. The moderately active man, roughly 2,700.

What Makes Your Burn Higher or Lower

Several factors shift your daily calorie burn in meaningful ways.

Body size and composition. Larger bodies burn more calories simply because there’s more tissue to maintain. But the type of tissue matters too. A pound of muscle burns about 4.5 to 7 calories per day at rest, while fat tissue burns far less. That said, the calorie difference between a pound of muscle and a pound of fat is modest. The real metabolic powerhouses are your organs: your brain, liver, heart, and kidneys have metabolic rates 15 to 40 times greater than the same weight of muscle. Still, building muscle does add up over time, especially when you factor in the calories burned during the training itself.

Age. A landmark 2021 study published in Science tracked metabolism across the human lifespan and found something surprising. Metabolism doesn’t start declining in your 30s like most people believe. The real decline begins around age 63, dropping at a rate of about 0.7% per year. By age 90, total expenditure is roughly 26% below middle-aged levels.   • Walking fast (4 mph): 175 calories
  • Running at 5 mph (12-minute mile): 288 calories

  • Cycling at 16 to 19 mph: 432 calories
  • Stationary bike, moderate effort: 252 calories

If you weigh more, you’ll burn more. If you weigh less, you’ll burn less. These numbers scale roughly in proportion to body weight.

Why Your Fitness Tracker May Be Wrong

If you’re relying on a smartwatch to tell you how many calories you burn, take those numbers with a grain of salt. Research from Harvard’s School of Engineering and Applied Sciences found that commercial wearable devices have estimated error rates of 30 to 80% for calorie burn. That means a reading of 500 calories burned during a workout could actually represent anywhere from 100 to 650 calories in reality.

Wearables are better at tracking relative effort (a harder workout will show a higher number than an easy one) than absolute calorie counts. They’re useful for spotting trends over time, but not reliable enough to use as precise inputs for calorie counting. If you’re trying to match your food intake to your burn, treating tracker numbers as exact will likely lead you astray.

Putting It All Together

For most adults, the total daily calorie burn falls somewhere between 1,600 and 2,400 calories, with sedentary women on the lower end and active, larger men on the higher end. Athletes and people with physically demanding jobs can push well above 3,000. The single biggest lever is your basal metabolic rate, which is largely determined by your body size and composition. Exercise matters, but even an intense 30-minute workout only adds 300 to 500 calories to a daily total that’s already in the thousands.

The practical takeaway: your body burns a lot of calories just existing. If you want to increase your daily burn, the most effective strategies are maintaining or building muscle mass, staying generally active throughout the day (not just during workouts), and eating enough protein to keep the thermic effect of food working in your favor.
