How Many Calories Should an Adult Male Eat Daily?

Most adult men need between 2,000 and 3,000 calories per day, depending on age, size, and how active they are. A sedentary 40-year-old needs roughly 2,400 calories, while an active 25-year-old may need 3,000. That range is wide because calorie needs are personal, but the U.S. Dietary Guidelines provide a solid starting framework.

Calorie Needs by Age and Activity Level

The federal Dietary Guidelines for Americans break down estimated daily calorie needs for men across three activity categories. “Sedentary” means you’re only doing the basic physical activity of daily life. “Moderately active” is the equivalent of walking 1.5 to 3 miles a day on top of your normal routine. “Active” means more than 3 miles of walking per day, or comparable exercise.

Here’s how the numbers shake out:

  • Ages 19–25: 2,400 to 3,000 calories
  • Ages 26–35: 2,400 to 3,000 calories
  • Ages 36–45: 2,200 to 2,800 calories
  • Ages 46–55: 2,200 to 2,800 calories
  • Ages 56–65: 2,000 to 2,600 calories
  • Ages 66–75: 2,000 to 2,600 calories
  • Age 76+: 2,000 to 2,400 calories

In each range, the lower number applies to sedentary men and the higher number to active men. A moderately active man typically falls in the middle. Notice that calorie needs peak in early adulthood and gradually decline, dropping by roughly 400 to 600 calories between your twenties and your seventies if activity stays constant.

Why Calorie Needs Drop With Age

A common assumption is that your metabolism crashes the moment you hit 30. The reality is more gradual. Research published in Science found that basal metabolic rate, the energy your body burns just to keep you alive, stays relatively stable until about age 46. Total energy expenditure doesn’t meaningfully decline until around age 63. After 60, both measures drop by about 0.7% per year. By age 90, total daily energy expenditure is roughly 26% lower than it was in middle age.

Part of this decline tracks with losing muscle mass, which happens naturally over the decades. But the drop in energy expenditure actually exceeds what you’d expect from lost muscle alone, suggesting the body’s underlying metabolic processes genuinely slow down in later life. The practical takeaway: you don’t need to panic about metabolism in your thirties, but you will need fewer calories as you move through your sixties and beyond.

How to Estimate Your Personal Number

The guidelines above assume an average body size. If you’re significantly taller, shorter, heavier, or lighter than average, a more personalized calculation helps. The most widely used formula is the Mifflin-St Jeor equation, which estimates your basal metabolic rate (the calories your body burns at complete rest):

(10 × weight in kg) + (6.25 × height in cm) − (5 × age in years) + 5

For a 35-year-old man who weighs 180 pounds (82 kg) and stands 5’10” (178 cm), that works out to roughly 1,775 calories per day at rest. But nobody lives at rest. To get your actual daily calorie need, you multiply that baseline by an activity factor:

  • Sedentary (desk job, no exercise): multiply by 1.2
  • Lightly active (exercise 1–3 days per week): multiply by 1.375
  • Moderately active (exercise 3–5 days per week): multiply by 1.55
  • Very active (hard exercise 6–7 days per week): multiply by 1.725
  • Extremely active (physical job plus training): multiply by 1.9

Using our example, the moderately active 35-year-old would need about 2,750 calories per day (1,775 × 1.55). That lines up closely with the Dietary Guidelines estimate of 2,600 for a moderately active man in that age range, which is a good sign that the formula is working.

Muscle, Fat, and Metabolism

Two men who weigh the same can have noticeably different calorie needs based on body composition. Muscle tissue burns roughly 10 to 15 calories per kilogram per day at rest, while fat tissue burns far less. So a 200-pound man carrying significant muscle mass will burn more calories sitting on the couch than a 200-pound man with a higher body fat percentage.

This is one reason strength training matters for long-term weight management. Building or maintaining muscle keeps your resting metabolic rate higher, which gives you more room in your daily calorie budget. It also explains why the standard formulas, which rely on total body weight rather than muscle-to-fat ratio, are estimates rather than exact figures.

What You Eat Matters Too

Your body doesn’t process all calories identically. Digesting food itself costs energy, a phenomenon called the thermic effect of food. Protein is the most expensive macronutrient to digest: your body uses 15–30% of protein calories just breaking them down. Carbohydrates cost 5–10%, and fats cost 0–3%. In practical terms, if you eat 200 calories of chicken breast, your body might spend 30 to 60 of those calories on digestion alone. The same 200 calories from butter would cost almost nothing to process.

This doesn’t mean you should eat nothing but protein, but it does mean that the composition of your diet subtly shifts how many net calories your body actually absorbs and stores. A higher-protein diet effectively raises your metabolic rate slightly throughout the day.

Adjusting Calories for Weight Goals

If your goal is to lose weight, the standard approach is to eat about 500 fewer calories per day than your maintenance level. That creates a deficit large enough to lose roughly half a pound to one pound per week, which is a pace that helps preserve muscle mass and is easier to sustain than aggressive cuts. For a man maintaining on 2,600 calories, that means targeting around 2,100.

If you’re trying to gain muscle, the opposite applies, but the surplus should be smaller than most people think. A caloric surplus of 5–20% above your maintenance level is the range that supports muscle growth without piling on unnecessary fat. For someone eating 2,600 calories at maintenance, that translates to an extra 130 to 520 calories per day. Starting at the lower end and adjusting upward based on results is the more efficient strategy.

In either direction, the key variable is consistency over weeks, not precision on any single day. A 500-calorie deficit one day and a 500-calorie surplus the next puts you right back at maintenance. Track the trend, not the daily fluctuations.
