Most adults need somewhere between 1,600 and 3,200 calories per day, but your specific number depends on your age, sex, height, weight, and how physically active you are. That’s a wide range, which is why generic advice rarely feels useful. The good news is that you can get a reasonably accurate personal estimate with some simple math and a basic understanding of how your body burns energy.
How Your Body Burns Calories
Your total daily calorie burn has four main components, and understanding them helps explain why two people of the same weight can need very different amounts of food.
The biggest piece is your basal metabolic rate, or BMR. This is the energy your body uses just to stay alive: keeping your heart beating, your lungs breathing, your brain functioning, and your cells repairing themselves. For most people, BMR accounts for roughly 60 to 70 percent of all the calories they burn in a day. Your organs are surprisingly energy-hungry. Pound for pound, organs like the brain, liver, and kidneys burn 15 to 40 times more calories than muscle and 50 to 100 times more than fat tissue.
The second component is non-exercise activity, which covers everything from walking to the kitchen, fidgeting at your desk, and carrying groceries. This varies enormously between people and can make a difference of several hundred calories per day. Third is the energy your body spends digesting food, which typically accounts for about 10 percent of your intake. Protein is the most “expensive” nutrient to digest, burning 15 to 30 percent of its own calories during processing. Carbohydrates burn 5 to 10 percent, and fats only 0 to 3 percent. Finally, there’s intentional exercise, like running, lifting weights, or playing sports.
Estimating Your Personal Calorie Needs
The most widely recommended method for estimating your BMR is the Mifflin-St. Jeor equation, which the Academy of Nutrition and Dietetics considers the most accurate formula available without lab testing. It uses your weight in kilograms, height in centimeters, and age in years:
- Men: BMR = (9.99 × weight) + (6.25 × height) − (4.92 × age) + 5
- Women: BMR = (9.99 × weight) + (6.25 × height) − (4.92 × age) − 161
To convert, divide your weight in pounds by 2.2 to get kilograms, and multiply your height in inches by 2.54 to get centimeters.
Once you have your BMR, multiply it by an activity factor to get your total daily energy expenditure (TDEE), which is the number of calories you need to maintain your current weight. The Food and Agriculture Organization of the United Nations classifies activity levels into three tiers:
- Sedentary or lightly active (desk job, minimal exercise): multiply by 1.4 to 1.69
- Moderately active (regular exercise or a physically demanding job): multiply by 1.7 to 1.99
- Vigorously active (intense daily training or heavy labor): multiply by 2.0 to 2.4
Most people overestimate their activity level. If you work at a desk and exercise three or four times a week, you likely fall somewhere around 1.5 to 1.6. Sustained activity levels above 2.4 are difficult to maintain over time, even for athletes.
A Quick Example
A 35-year-old woman who is 5’6″ (167.6 cm) and weighs 150 pounds (68.2 kg) would calculate her BMR as: (9.99 × 68.2) + (6.25 × 167.6) − (4.92 × 35) − 161 = roughly 1,400 calories. If she exercises moderately a few times per week and works a desk job, multiplying by 1.55 gives her a TDEE of about 2,170 calories per day. That’s her maintenance number, the intake at which her weight stays stable.
Why Muscle Mass Matters
The Mifflin-St. Jeor equation uses total body weight, which means it treats a pound of muscle the same as a pound of fat. In reality, muscle burns roughly 4.5 to 7 calories per pound per day at rest, while fat tissue burns significantly less. If you carry more muscle than average for your size, the standard formula may underestimate your needs.
For people who know their body fat percentage, the Katch-McArdle formula can be more accurate. It uses lean body mass (your weight minus your fat) instead of total weight: BMR = 370 + (21.6 × lean mass in kg). This is especially useful for athletes or people who strength train regularly. You can estimate your lean mass if you’ve had a body composition test, or even from a reasonably accurate body fat scale.
How Calorie Needs Change With Age
A major study published through Harvard Health found something that surprised many researchers: metabolism stays remarkably stable from age 20 all the way to about 60, regardless of sex. The long-held belief that metabolism tanks in your 30s or 40s turned out to be largely a myth. What actually changes during those decades is activity level and muscle mass, not the metabolic rate of your tissues.
After 60, however, the decline is real. Total energy expenditure drops by about 0.7 percent per year, and by age 90, adjusted calorie burn is roughly 26 percent lower than in middle-aged adults. This decline goes beyond what you’d expect from losing muscle alone, suggesting the body’s underlying metabolic processes genuinely slow in older age. If you’re over 60, your calorie needs are likely lower than any online calculator will tell you, and the gap widens with each passing decade.
Adjusting Calories for Weight Loss
If your goal is to lose weight, you need to eat fewer calories than your TDEE. A deficit of about 500 calories per day is a widely recommended starting point, which translates to roughly one pound of weight loss per week. You can create that deficit through eating less, moving more, or a combination of both.
What complicates this is your body’s built-in defense system. When you cut calories, your metabolism actively resists by burning less energy, a process called adaptive thermogenesis. Research shows this kicks in within the first week of dieting. In one study, participants’ metabolic rates dropped by an average of 178 calories per day beyond what would be expected from their weight loss alone. For every extra 100-calorie daily metabolic slowdown in the first week, people lost about 2 kg (4.4 pounds) less over six weeks than predicted.
This is why weight loss often stalls after a few weeks, even when you’re sticking to your plan. It’s not a failure of willpower. It’s your body adjusting its energy output to match its reduced input. The practical takeaway: very aggressive calorie cuts tend to trigger a stronger metabolic pushback. A moderate deficit is more sustainable and produces results that are easier to maintain.
Signs Your Intake Is Too Low
Eating too few calories doesn’t just slow weight loss. It can cause persistent fatigue, irritability, difficulty concentrating, hair thinning, feeling cold all the time, and loss of your menstrual period if you’re a woman. These are signals that your body is conserving energy by dialing down functions it considers nonessential.
There’s no universal floor that applies to everyone, but most nutrition guidelines suggest women avoid going below roughly 1,200 calories and men below 1,500 without professional supervision. Below those levels, it becomes very difficult to get adequate vitamins and minerals from food alone.
Practical Tips for Finding Your Number
Calculators give you a starting estimate, not a final answer. Your real maintenance calories are something you discover by tracking your intake and weight over a few weeks. If your weight holds steady, you’ve found your TDEE. If it creeps up, you’re eating above it. If it drops, you’re below it.
A few things to keep in mind as you dial in your number. Calorie counts on food labels can be off by up to 20 percent under FDA rules. People also consistently underestimate how much they eat, sometimes by 30 to 50 percent in studies. Using a food scale for a week or two, even if you don’t do it forever, can recalibrate your sense of portion sizes.
Your calorie needs also aren’t fixed day to day. On a day you walk 15,000 steps and hit the gym, you burn more than on a day spent on the couch. Some people eat more on active days and less on rest days. Others prefer a consistent daily target and let the averages work out over the week. Either approach works as long as the weekly total lands where you want it.
