How Many Calories Should You Burn a Day?

Most adults burn between 1,600 and 3,000 calories a day, depending on their sex, age, size, and how active they are. There’s no single “right” number to aim for. Your body burns calories constantly, even while sleeping, and the total depends on factors that are partly within your control and partly not.

Where Your Daily Calorie Burn Comes From

Your total daily calorie burn has four components, and only one of them involves deliberate exercise.

Basal metabolic rate (BMR) is the energy your body uses just to stay alive: breathing, circulating blood, maintaining body temperature, repairing cells. This accounts for roughly 60 to 70 percent of the calories you burn each day. A larger body, more muscle mass, younger age, and being male all push BMR higher.

Non-exercise activity covers everything you do physically that isn’t a planned workout: walking to the kitchen, fidgeting, standing at your desk, carrying groceries, even gesturing while you talk. This category can vary dramatically. Mayo Clinic researcher Dr. James Levine found that between two people of similar size, this type of movement can differ by up to 2,000 calories a day. Someone with an active job like nursing or construction burns far more here than someone who sits at a computer.

The thermic effect of food is the energy your body spends digesting and absorbing what you eat. It typically accounts for about 10 percent of your total burn. Protein-rich meals require more energy to process than carbs or fat.

Exercise is the intentional stuff: your morning run, your gym session, your swim. For most people, this is actually the smallest slice of daily calorie burn, often around 5 to 15 percent, unless you’re training heavily.

Average Calorie Burn by Age and Sex

The Merck Manuals provide useful ranges based on age, sex, and activity level. These represent total daily energy expenditure, meaning everything your body burns across a full day.

For adults aged 19 to 60, sedentary men typically burn 2,200 to 2,600 calories per day, while active men burn 2,600 to 3,000. Sedentary women in the same age range burn 1,600 to 2,000 calories, with active women burning 2,200 to 2,400.

After age 60, those numbers drop. Sedentary men burn around 2,000 calories a day, and active men burn 2,400 to 2,600. Sedentary women burn about 1,600, while active women burn around 2,000. The decline happens because muscle mass decreases with age and metabolic rate slows, both of which reduce the calories your body needs at rest.

How to Estimate Your Personal Number

The most widely recommended method starts with calculating your BMR using the Mifflin-St Jeor equation, then adjusting for activity. For women, the formula is (10 × weight in kg) + (6.25 × height in cm) − (5 × age in years) − 161. For men, it’s the same calculation but you add 5 instead of subtracting 161.

So a 35-year-old man who weighs 180 pounds (82 kg) and stands 5’10” (178 cm) would have a BMR of roughly 1,775 calories. That’s just what his body burns doing nothing.

From there, you multiply by an activity factor. The American College of Sports Medicine classifies a physical activity level below 1.4 as inactive (basically just daily living activities like getting dressed and eating) and above 1.6 as physically active. For that same 35-year-old man, a sedentary lifestyle would put his total daily burn around 2,130 calories, while a moderately active lifestyle would push it closer to 2,750. Elite athletes and people with very physical jobs can reach multipliers of 2.0 or higher, meaning they burn double their resting rate.

How Many Calories Common Activities Burn

If you’re trying to increase how many calories you burn, it helps to know what different activities actually contribute. Harvard Health Publishing provides data for 30-minute sessions at three body weights (125, 155, and 185 pounds).

Walking at a brisk 3.5 mph pace burns 107 to 159 calories in 30 minutes, depending on body weight. Running at 5 mph (a 12-minute mile) burns 240 to 336 calories. Cycling at a moderate 12 to 14 mph burns the same range as that running pace. Swimming burns 180 to 252 calories per half hour, and hiking cross-country falls in that same ballpark.

Higher intensity pushes the numbers up considerably. Running at 7.5 mph burns 375 to 525 calories in 30 minutes. Vigorous cycling above 20 mph burns 495 to 693 calories. Even high-impact step aerobics can burn 300 to 420 calories per half hour.

On the other end, weight lifting burns a relatively modest 90 to 126 calories in 30 minutes, but it builds muscle that raises your resting metabolic rate over time. Cooking burns 57 to 84 calories, and sleeping burns 19 to 26 calories per half hour. These small numbers add up across a full day, which is why your BMR dominates your total burn.

Calorie Burn for Weight Loss

The classic guideline is that cutting about 500 calories a day from your usual intake leads to roughly half a pound to one pound of weight loss per week. This is based on an older estimate that 3,500 calories equals one pound of fat, though the Mayo Clinic notes this math doesn’t hold perfectly for everyone. Metabolism adapts as you lose weight, which means the same deficit produces smaller losses over time.

You can create that deficit by eating less, moving more, or both. Most people find a combination easier to sustain. Adding a 30-minute brisk walk burns roughly 100 to 160 extra calories, so pairing that with modest portion reductions can get you to a 500-calorie deficit without drastic changes on either side.

There are limits to how aggressive you should be. Harvard Health Publishing recommends that daily calorie intake not drop below 1,200 for women or 1,500 for men without professional supervision. Going below those thresholds can slow your metabolism, cause nutrient deficiencies, and trigger muscle loss, all of which make further weight loss harder.

Why Fitness Trackers Can Be Misleading

If you rely on a smartwatch or fitness band to tell you how many calories you’ve burned, treat that number with skepticism. Research from Harvard’s School of Engineering found that wearable devices have estimated error rates of 30 to 80 percent for calorie expenditure. They’re better at tracking trends (did you move more this week than last?) than at giving you an exact number to plan your meals around.

The inaccuracy comes from the fact that these devices estimate calorie burn from heart rate and motion data, which are indirect proxies. They tend to overestimate during some activities and underestimate during others. If your tracker says you burned 600 calories on a run, the real number could be anywhere from 330 to 780. Using a calorie tracking approach that accounts for this margin of error, rather than treating the number as precise, will give you more reliable results over time.

What Actually Moves the Needle

If your goal is to burn more calories each day, the biggest lever isn’t adding a gym session. It’s increasing the amount you move outside of exercise. People who stand more, walk during phone calls, take stairs, and generally stay on their feet throughout the day can burn hundreds of extra calories compared to people who sit most of the time, even if the sitters do a dedicated workout.

Building muscle matters too. Each pound of muscle burns more calories at rest than a pound of fat, so strength training gradually shifts your BMR upward. The effect per pound is modest (roughly 6 calories per pound of muscle versus 2 per pound of fat), but across 10 or 15 pounds of added muscle over years of training, it becomes meaningful.

Protein intake also plays a small but consistent role. Your body uses more energy digesting protein than carbohydrates or fat, so a higher-protein diet slightly increases the thermic effect of food portion of your daily burn. This isn’t a dramatic effect, but it stacks with everything else.
