Most adults burn between 1,600 and 3,000 calories per day, depending on their age, sex, and how active they are. That total includes everything your body does: breathing, digesting food, walking around, and any intentional exercise. If your goal is weight maintenance, you need to burn roughly the same number of calories you eat. If your goal is weight loss, you need a modest gap between what you consume and what you burn.
Your Total Daily Calorie Burn by Age and Sex
The U.S. Dietary Guidelines provide estimated calorie needs that double as a useful proxy for total daily expenditure, since your body burns what it needs to maintain its current weight at a given activity level.
For adult men, the range is 2,000 to 3,000 calories per day. A sedentary man between 21 and 35 burns roughly 2,400 calories daily. That number drops to about 2,200 by the mid-40s and settles around 2,000 after age 60. Active men in their 20s and early 30s sit at the top of the range, around 3,000 calories, declining gradually to about 2,400 by age 76 and beyond.
For adult women, the range is 1,600 to 2,400 calories per day. A sedentary woman between 19 and 25 burns about 2,000 calories. By age 26 that drops to roughly 1,800, and from the early 50s onward it levels off near 1,600. Active women in their 20s burn around 2,400 calories, tapering to about 2,000 after age 60.
“Sedentary” here means only the physical activity of basic independent living, like cooking and getting dressed. “Active” means the equivalent of walking more than 3 miles a day at a moderate pace on top of everyday tasks. Most people fall somewhere between these two categories.
Where Those Calories Actually Go
Exercise gets most of the attention, but it accounts for a relatively small slice of your total burn. The largest share, roughly 60 to 70 percent for most people, goes to your resting metabolic rate: the energy your organs, brain, and tissues use just to keep you alive. Digesting and absorbing food takes up another 10 percent or so. That leaves physical activity responsible for the remaining 20 to 30 percent, and that includes every step you take throughout the day, not just time in the gym.
Body composition plays a role in how high your resting burn sits. Muscle tissue uses about 4.5 to 7 calories per pound per day at rest, which is meaningfully more than fat tissue. This is one reason men, who tend to carry more muscle mass, burn more calories at baseline than women, and why calorie needs decline with age as muscle mass gradually decreases.
How Many Calories to Burn Through Exercise
Federal physical activity guidelines recommend at least 150 minutes of moderate-intensity exercise per week, or 75 minutes of vigorous-intensity exercise. That works out to about 30 minutes of brisk walking five days a week, or roughly 15 minutes of running five days a week. Two days of muscle-strengthening activity (like resistance training) are recommended on top of that.
What this looks like in calorie terms depends on your body weight. A commonly used measure called the MET (metabolic equivalent) rates activities by how much energy they require compared to sitting still. Sitting quietly is 1 MET. Walking at a moderate pace (about 3 mph) is roughly 3.5 METs, meaning it burns 3.5 times as many calories per minute as rest. Running at 6 mph lands around 10 METs. Swimming laps falls somewhere in between.
For a 155-pound person, 30 minutes of brisk walking burns roughly 150 calories. Thirty minutes of running at a moderate pace burns closer to 350. A heavier person burns more during the same activity; a lighter person burns less. If you’re meeting the minimum 150 minutes per week of moderate activity, you’re adding somewhere around 700 to 1,000 extra calories of burn to your weekly total, depending on your size.
Calorie Burn Targets for Weight Loss
If you’re trying to lose weight, the goal is creating a calorie deficit, burning more than you eat. A common starting point is a 500-calorie daily deficit, which typically produces about half a pound to one pound of weight loss per week. You can create that gap by eating less, moving more, or a combination of both.
The old rule of thumb that 3,500 calories equals one pound of fat is a rough approximation, not a precise formula. The Mayo Clinic notes this math doesn’t hold equally for everyone. As you lose weight, your body adapts: it becomes lighter (so it costs fewer calories to move) and your metabolism can slow somewhat. This means the same deficit that produced steady weight loss in month one may produce slower results by month three. Adjustments over time are normal and expected.
Combining diet changes with increased exercise tends to work better than relying on either alone. Cutting 250 calories from food and burning an extra 250 through activity feels more sustainable for most people than trying to slash 500 calories entirely from meals or spending an hour exercising every day.
Finding Your Personal Number
The most practical way to estimate your total daily calorie burn is to start with the age and sex ranges above, then adjust for your actual activity level. If you’re a 40-year-old woman who exercises three or four times per week, your daily burn probably falls in the range of 1,900 to 2,100 calories. A 30-year-old man who works a desk job but runs a few times a week might land around 2,500 to 2,700.
Online TDEE (total daily energy expenditure) calculators ask for your height, weight, age, and activity level to generate a more personalized estimate. These are still estimates, not exact measurements, but they give you a useful starting number. From there, you can track your weight over two to three weeks. If it holds steady, you’ve found your maintenance level. If it drifts up, your actual burn is lower than estimated, or you’re eating more than you think.
Wearable fitness trackers can help with awareness, but their calorie counts carry a margin of error, sometimes 20 percent or more. They’re better for spotting trends (you moved more this week than last) than for nailing a precise number.
Why the “Right” Number Varies So Much
Two people of the same age, sex, and weight can have meaningfully different calorie burns. Genetics influence resting metabolic rate. Sleep quality matters: poor sleep can reduce the calories your body burns at rest and increase hunger hormones, a frustrating double hit. Hormonal shifts, including those tied to menstrual cycles, menopause, and thyroid function, also play a role.
Non-exercise activity thermogenesis, or the calories you burn through fidgeting, standing, walking to the kitchen, and other movements you don’t think of as exercise, varies enormously between people. Some individuals naturally burn several hundred extra calories a day through these small movements. This partly explains why some people seem to eat more without gaining weight.
The bottom line: there’s no single calorie-burn target that applies to everyone. Use the ranges above as a starting point, pay attention to how your body responds, and adjust from there.
