How Many Calories Should You Eat Per Day?

Most adults need between 1,600 and 3,000 calories a day, depending on age, sex, and how physically active they are. The 2,000-calorie number you see on nutrition labels is a rough midpoint, not a personal recommendation. Your actual number could be several hundred calories higher or lower.

Calorie Ranges for Adults

The Dietary Guidelines for Americans break calorie needs into three activity levels: sedentary (basically just daily living tasks), moderately active (equivalent to walking 1.5 to 3 miles a day on top of normal activity), and active (more than 3 miles of walking a day or equivalent exercise).

For adult men aged 21 to 40, the range is 2,400 calories per day if sedentary, 2,600 to 2,800 if moderately active, and 2,800 to 3,000 if active. After 40, those numbers gradually drop. By age 61 and older, a sedentary man needs about 2,000 calories, while an active one needs around 2,600.

For adult women aged 21 to 30, the range is 1,800 to 2,000 calories when sedentary, 2,000 to 2,200 when moderately active, and 2,200 to 2,400 when active. Women over 50 who are mostly sedentary may need only 1,600 calories a day, while active women in the same age range need closer to 2,200.

These numbers assume average height and a healthy weight for each age group. If you’re taller, more muscular, or carrying extra weight, your body burns more energy just to sustain itself, pushing your needs higher.

How to Estimate Your Personal Number

The most widely used formula in clinical settings is the Mifflin-St Jeor equation. It estimates your basal metabolic rate, the calories your body burns at complete rest just to keep your organs running, your blood circulating, and your cells functioning. For men, the formula is (10 × weight in kg) + (6.25 × height in cm) minus (5 × age in years) + 5. For women, it’s the same calculation but minus 161 instead of plus 5.

That baseline number only covers survival-level energy. To account for your actual daily movement, you multiply it by an activity factor:

  • Sedentary (desk job, little exercise): multiply by 1.2
  • Lightly active (light exercise 1 to 3 days a week): multiply by 1.375
  • Moderately active (moderate exercise 3 to 5 days a week): multiply by 1.55
  • Active (hard exercise 6 to 7 days a week): multiply by 1.725
  • Very active (intense daily training or a physical job): multiply by 1.9

So a 35-year-old woman who weighs 150 pounds (68 kg), stands 5’5″ (165 cm), and exercises moderately would calculate a basal rate of about 1,354 calories, then multiply by 1.55 to get roughly 2,100 calories per day. A 40-year-old man at 180 pounds (82 kg) and 5’10” (178 cm) with the same activity level would land around 2,575.

Why Metabolism Doesn’t Drop as Fast as You Think

A common belief is that metabolism tanks steadily after your 20s or 30s, making weight gain inevitable. Research published in Science and covered by Harvard Health found something different: total energy expenditure and basal metabolic rate stay largely stable from age 20 to 60, regardless of sex. The real decline doesn’t kick in until after 60, and even then it’s gradual.

What does change in middle age is activity level and muscle mass. People tend to move less and lose muscle over the decades, which reduces the number of calories their body burns. But those are lifestyle shifts, not an unavoidable metabolic slowdown. Maintaining muscle through resistance training keeps your resting calorie burn higher at any age.

Calorie Needs for Weight Loss

A common starting point for weight loss is cutting about 500 calories per day from your maintenance level. That typically produces a loss of roughly half a pound to one pound per week. The old rule that 3,500 calories equals one pound of fat is a simplification, since your body adapts over time, but a 500-calorie daily deficit remains a practical guideline for steady, sustainable results.

There is a floor, though. Dropping below about 1,200 calories a day makes it very difficult to get enough vitamins, minerals, protein, and fiber from food alone. Very low calorie intake can also slow your metabolism and trigger your body to hold onto fat stores more aggressively, which is counterproductive. If a 500-calorie cut would put you below 1,200, a smaller deficit combined with more physical activity is a safer approach.

Calorie Needs for Muscle Gain

Building muscle requires eating more than your maintenance level, but not by as much as people assume. A surplus of 350 to 500 calories per day is generally enough to support muscle growth while keeping fat gain minimal. For a 175-pound man, that means roughly 250 to 500 extra calories. For a 135-pound woman, about 200 to 400 extra.

Going much higher than that doesn’t speed up muscle growth. It just increases the proportion of weight you gain as fat. Starting with a conservative surplus and tracking your weight weekly lets you adjust without overshooting.

Where Those Calories Should Come From

The total number matters, but so does the split between protein, carbohydrates, and fat. Broadly accepted ranges put carbohydrates at 45 to 65 percent of total calories, fat at 20 to 35 percent, and protein at 15 to 25 percent. On a 2,000-calorie diet, that translates to roughly 225 to 325 grams of carbs, 44 to 78 grams of fat, and 75 to 125 grams of protein.

These ranges aren’t arbitrary. Protein needs the most energy to digest. Your body uses 15 to 30 percent of protein’s calories just processing it, compared to 5 to 10 percent for carbohydrates and 0 to 3 percent for fat. This means higher-protein diets slightly increase your overall calorie burn, and they also tend to keep you feeling full longer. That’s one reason people trying to lose weight or build muscle often aim for the higher end of the protein range.

How Activity Level Shifts the Picture

The gap between sedentary and active calorie needs is substantial. A sedentary 30-year-old man needs about 2,400 calories; an active one needs 3,000. That 600-calorie difference is the equivalent of an entire extra meal. For women in the same age bracket, the spread is about 1,800 to 2,400, also a 600-calorie gap.

The World Health Organization defines physical inactivity as getting fewer than 150 minutes of moderate-intensity activity per week. That’s about 20 minutes a day. People who fall below that threshold have a 20 to 30 percent higher risk of death compared to those who meet it. So the activity level you choose when calculating calories isn’t just about weight management. It shapes your overall health trajectory.
