Most adults should get 45% to 65% of their daily calories from carbohydrates. On a 2,000-calorie diet, that works out to roughly 225 to 325 grams per day. But the right number for you depends on your activity level, your goals, and the types of carbs you’re choosing.
The Standard Recommendation
The Dietary Guidelines for Americans set the acceptable range at 45% to 65% of total calories for everyone age 2 and older. That’s a wide window by design: someone trying to lose weight might aim for the lower end, while a long-distance runner would land near the top. Here’s what the range looks like at common calorie levels:
- 1,500 calories: 169 to 244 grams
- 1,800 calories: 203 to 293 grams
- 2,000 calories: 225 to 325 grams
- 2,500 calories: 281 to 406 grams
To find your own range, multiply your daily calorie target by 0.45 and 0.65, then divide each number by 4 (since each gram of carbohydrate contains 4 calories).
The Minimum Your Body Needs
Your brain runs almost entirely on glucose, and it’s a hungry organ. The National Academies set the Recommended Dietary Allowance for carbohydrates at 130 grams per day, based specifically on the amount of glucose the brain uses. That 130-gram floor applies to all adults regardless of size or activity and represents a biological baseline, not an ideal target. Going below it for extended periods forces your body to manufacture glucose from protein and fat, which is possible but places extra metabolic demand on the liver and kidneys.
How Activity Level Changes the Number
If you spend most of your day sitting, sticking to the lower half of the standard range (around 45% to 50% of calories) is a reasonable starting point. That gives you enough fuel for daily brain function, walking, and light tasks without overshooting your energy needs.
Athletes are a different story. Recommendations for competitive or endurance athletes range from 6 to 10 grams of carbohydrate per kilogram of body weight per day, depending on training volume and sport type. For a 70-kilogram (154-pound) athlete, that translates to 420 to 700 grams daily. During exercise, 30 to 60 grams per hour helps maintain blood sugar and performance. After a hard session, consuming 1.0 to 1.5 grams per kilogram in the first half hour, then repeating every two hours for four to six hours, restores glycogen in the muscles and liver.
If you’re recreationally active (running a few times a week, playing a weekend sport, doing regular strength training), you’ll fall somewhere between the sedentary and competitive ranges. Aiming for 50% to 55% of your calories from carbs covers most moderate exercisers well.
Low-Carb and Keto Ranges
Plenty of people deliberately eat fewer carbs than the standard guidelines suggest, and there are several tiers. A ketogenic diet typically drops total carbohydrate intake below 50 grams a day, sometimes as low as 20 grams. That’s less than what’s in a single plain bagel. The goal is to shift the body into ketosis, a state where it burns fat for fuel instead of glucose.
Moderate low-carb diets usually land between 50 and 130 grams per day. They don’t trigger full ketosis but still reduce carb intake enough that many people notice changes in appetite and energy levels.
In terms of weight loss, cutting carbs doesn’t offer a magic advantage over cutting fat. A large Stanford trial followed participants on low-carb and low-fat diets for a full year, and both groups lost an average of 13 pounds. The pattern that helps you eat fewer total calories consistently is the one that works.
Carb Quality Matters as Much as Quantity
Two hundred grams of carbohydrates from lentils, oats, and sweet potatoes will affect your body very differently than 200 grams from soda and white bread. The distinction comes down to how quickly a food raises your blood sugar and how much sugar it delivers per serving.
A measure called the glycemic index scores foods from 0 to 100 based on how fast they spike blood sugar, with pure glucose at 100. But the index alone can be misleading. Watermelon scores 80, which sounds alarming, yet a typical serving contains so little carbohydrate that its real-world impact on blood sugar is small. A related measure called glycemic load accounts for both speed and quantity, giving you a more accurate picture. Choosing foods with a lower glycemic load (whole grains, legumes, most vegetables, whole fruits) keeps blood sugar steadier and helps you feel full longer.
Fiber is part of the equation too. Current guidelines recommend 14 grams of fiber for every 1,000 calories you eat, which works out to about 28 grams on a 2,000-calorie diet. Fiber is technically a carbohydrate, but your body can’t digest it for energy. It slows the absorption of other carbs, feeds beneficial gut bacteria, and helps regulate cholesterol. Most Americans fall well short of that target, so if you’re adjusting your carb intake, prioritizing high-fiber sources is one of the simplest upgrades you can make.
How to Find Your Personal Target
Start with the math: figure out your daily calorie needs based on your age, sex, and activity level, then calculate 45% to 65% of that number in grams. From there, adjust based on how you feel, how your energy holds up through the day, and what your goals are. Someone focused on fat loss might begin at the lower end (45%) and monitor hunger and workout performance. Someone training for a marathon would push toward the upper end or beyond.
Pay attention to what happens after meals. If you’re consistently sluggish or hungry an hour after eating, the issue is often carb quality rather than carb quantity. Swapping refined grains for whole grains, adding a protein or fat source alongside your carbs, and including vegetables at most meals can solve those problems without changing your total gram count at all.
Tracking apps make it easy to see where you land for a week or two, which is often enough to build an intuitive sense of portions. After that, most people can maintain their target without logging every meal.
