According to the National Strength and Conditioning Association, a more precise calculation is 0.03 grams per kilogram of body weight. For a 180-pound (82 kg) person, that works out to about 2.5 grams daily. For someone closer to 220 pounds (100 kg), it’s around 3 grams. In practice, most people just scoop 5 grams and call it a day, which works fine across a wide range of body sizes.

If you’re using creatine hydrochloride (HCl) instead of monohydrate, the typical serving is closer to 2 grams. HCl dissolves more easily in water and is marketed as requiring a smaller dose to reach the same muscle saturation, though creatine monohydrate remains the most studied form by a wide margin.

Loading Phase vs. Skipping It

A loading phase means taking about 20 grams per day (split into four 5-gram doses) for five to seven days, then dropping to the 3 to 5 gram maintenance dose. This approach fills your muscles with creatine faster, so you may notice performance benefits within the first week or two.

You don’t need to load, though. Taking 3 grams daily without a loading phase reaches the same level of muscle saturation after about 28 days. The end result is identical. Loading just gets you there sooner. Some people prefer to skip it because higher doses in the first week can cause bloating or mild stomach discomfort.

When to Take It

Timing doesn’t appear to matter much. Research published in Frontiers in Sports and Active Living looked at whether taking creatine before or after workouts made a difference and found that both strategies produced similar gains in muscle mass and strength over training programs lasting 5 to 12 weeks. There’s no evidence that taking it at a specific time of day improves absorption or results in a meaningful way.

The most important thing is consistency. Taking your dose daily, including rest days, keeps your muscles saturated. Whether you mix it into your morning coffee, your pre-workout shake, or a glass of water before bed is a matter of personal preference.

What Happens in Your Body

Your muscles store creatine and use it to rapidly regenerate energy during short, intense efforts like lifting weights, sprinting, or jumping. Supplementing increases the amount of stored creatine beyond what you’d get from diet alone. Your body produces some creatine on its own and you get additional creatine from meat and fish. Safety at Recommended Doses

Creatine monohydrate is one of the most studied supplements in sports nutrition. The Mayo Clinic notes it is likely safe for most people at recommended doses for up to five years. The longstanding concern about kidney damage has not held up in research on healthy individuals. Studies in people with normal kidney function have found no harm at standard doses.

That said, research on creatine in people with existing kidney disease is limited. If you already have compromised kidney function, the standard safety data may not apply to you. For everyone else, 3 to 5 grams a day is a well-supported, low-risk dose with decades of research behind it.
