Most adults need between 310 and 420 milligrams of magnesium per day, not grams. The difference matters: one gram equals 1,000 milligrams, and taking a full gram of supplemental magnesium could cause serious side effects. Your exact target depends on your age and sex, and whether you’re getting magnesium from food, supplements, or both.
Daily Magnesium Needs by Age and Sex
The recommended dietary allowance (RDA) for magnesium covers what you need from all sources combined, including food, drinks, and supplements. For adult men aged 19 to 30, the target is 400 mg per day, rising to 420 mg after age 31. For adult women in the same age range, the target is 310 mg, increasing to 320 mg after 31. Pregnant women need slightly more, typically 350 to 360 mg depending on age.
Children and teens have lower requirements. Kids aged 1 to 3 need about 80 mg daily, while those aged 4 to 8 need 130 mg. Adolescents aged 14 to 18 need 360 to 410 mg, with boys at the higher end.
Supplement Limits Are Lower Than You’d Think
Here’s where people often get confused. The tolerable upper intake level for supplemental magnesium is 350 mg per day for anyone aged 9 and older, including pregnant and breastfeeding women. For younger children, the cap is 65 mg (ages 1 to 3) or 110 mg (ages 4 to 8).
This limit only applies to magnesium from supplements and medications. Magnesium from food carries no upper limit because your body handles it differently. When you eat magnesium-rich foods, absorption is gradual. Supplements deliver a concentrated dose all at once, which is why they’re more likely to cause diarrhea, nausea, and cramping at higher amounts. This is also why the total RDA can exceed 350 mg while the supplement cap stays at 350 mg: the assumption is that some of your intake comes from food.
Best Food Sources of Magnesium
A few strategic food choices can cover a large chunk of your daily needs without any supplements. Pumpkin seeds are the most concentrated common source: a single ounce of roasted, hulled pumpkin seeds delivers 150 mg. An ounce of chia seeds provides 111 mg, and an ounce of roasted almonds gives you 80 mg. On the vegetable side, half a cup of cooked spinach contains 78 mg and the same amount of cooked Swiss chard has 75 mg.
A breakfast of chia seed pudding with a handful of pumpkin seeds, followed by a dinner with a side of sautéed spinach, gets you well past 300 mg from food alone. That approach is safer and often more effective than relying on high-dose supplements, because your body absorbs magnesium from food more steadily throughout the day.
Organic vs. Inorganic Supplement Forms
Not all magnesium supplements are absorbed equally. Organic forms, where magnesium is bound to a carbon-containing molecule like citrate, glycinate, or taurate, are generally more bioavailable than inorganic forms like magnesium oxide. That means more of what you swallow actually reaches your bloodstream.
Absorption is also dose-dependent. The more magnesium you take at once, the smaller the percentage your body absorbs. Splitting a supplement into two smaller doses, one in the morning and one in the evening, typically improves overall absorption compared to taking it all at once.
Signs You’re Not Getting Enough
Early magnesium deficiency often shows up as loss of appetite, nausea, fatigue, and general weakness. As levels drop further, you may notice muscle twitches, tremors, or cramps. Personality changes, irritability, and numbness or tingling can also develop. Severe deficiency, defined as a blood serum level below 1.25 mg/dL, can cause seizures, particularly in children.
Mild deficiency is common and often goes unrecognized because the symptoms overlap with so many other conditions. Certain groups are at higher risk: older adults, people with digestive disorders that impair absorption, those who drink alcohol heavily, and people taking medications that increase magnesium loss through the kidneys.
What Happens if You Take Too Much
Excess magnesium from supplements can cause problems ranging from uncomfortable to dangerous. The first signs are usually gastrointestinal: diarrhea, nausea, and stomach cramps. At higher levels, symptoms escalate to low blood pressure, dizziness, confusion, and muscle weakness. Severe toxicity, which is rare and typically involves very high supplemental doses or impaired kidney function, can lead to difficulty breathing, irregular heartbeat, and in extreme cases, cardiac arrest.
Healthy kidneys are efficient at filtering out extra magnesium, so toxicity from supplements alone is uncommon in people with normal kidney function. Still, staying at or below 350 mg from supplements is the simplest way to avoid trouble.
Medications That Interfere With Magnesium
Magnesium can block the absorption of several common medications if taken at the same time. If you take a bisphosphonate for bone density, separate it from magnesium by at least two hours. Certain antibiotics, particularly tetracyclines and fluoroquinolones, need a wider gap: take them two hours before or four to six hours after magnesium. Thyroid medications and gabapentin also require spacing of several hours.
The issue works both ways. These medications can also reduce how much magnesium your body absorbs. Staggering the timing solves both problems at once.
