Most women need between 46 and 75 grams of protein per day, but the right number depends on your weight, activity level, and life stage. The baseline recommendation is 0.8 grams per kilogram of body weight, which works out to about 53 grams daily for a sedentary 140-pound woman. That number climbs significantly if you exercise regularly, are over 50, pregnant, or trying to lose weight.
The Baseline: 0.8 Grams Per Kilogram
The Recommended Dietary Allowance for protein is 0.8 grams per kilogram of body weight, or roughly 0.36 grams per pound. This is the minimum to prevent deficiency in a healthy, sedentary adult. To find your number, multiply your weight in pounds by 0.36. A 130-pound woman lands at about 47 grams; a 160-pound woman, around 58 grams.
This baseline works fine if you’re relatively inactive and not in a life stage that demands extra protein. But many nutrition researchers now consider it a floor rather than an optimal target, especially for women over 40 or those with fitness goals.
Active Women and Athletes
If you strength train, run, cycle, or do any regular structured exercise, you need more protein than the baseline. The Gatorade Sports Science Institute recommends active women aim for 1.4 to 1.6 grams per kilogram daily (about 0.6 to 0.7 grams per pound). For a 150-pound woman, that’s roughly 91 to 109 grams per day.
During periods of heavy training or calorie restriction, the recommendation goes higher: up to 2.2 grams per kilogram (1.0 gram per pound). At that level, the same 150-pound woman would target up to 150 grams daily. This higher range helps preserve muscle when your body is under stress from intense workouts or eating fewer calories than you burn.
Protein After Menopause
Declining estrogen levels during and after menopause lead to less muscle tone, more belly fat, and a slower metabolism. Protein directly counteracts all three of these changes. Mayo Clinic recommends postmenopausal women aim for 1.0 to 1.2 grams per kilogram of body weight daily, a meaningful step up from the standard 0.8 grams. For a 150-pound woman, that range is about 68 to 82 grams per day.
The higher end of that range, 1.2 grams per kilogram, applies if you exercise regularly, are over 65, or are actively losing weight. Research on older adults broadly supports this same 1.0 to 1.2 gram range to prevent sarcopenia, the gradual loss of muscle mass that accelerates with age and raises the risk of falls and fractures.
During Pregnancy and Breastfeeding
Protein needs increase gradually across pregnancy. In the first trimester, the increase is negligible: just 1 extra gram per day above your normal intake. During the second trimester, you need roughly 9 to 10 additional grams daily. By the third trimester, the jump is significant, with an extra 28 to 31 grams per day recommended. For a woman who normally needs about 53 grams, that means roughly 80 to 84 grams daily in late pregnancy.
Breastfeeding is similarly demanding. During the first six months of exclusive nursing, you need about 19 extra grams of protein per day. After six months, when your baby starts eating solid foods alongside breast milk, that drops to around 13 grams extra.
Protein for Weight Loss
Higher protein during a calorie deficit helps preserve lean muscle, but the benefits have a ceiling. A Washington University study compared women eating the standard 0.8 grams per kilogram during weight loss with women eating 1.2 grams per kilogram. The higher-protein group did retain slightly more lean tissue, but the difference was only about one pound. Meanwhile, the standard-protein group saw a 25 to 30 percent improvement in insulin sensitivity, a metabolic benefit the higher-protein group did not experience.
This doesn’t mean extra protein is harmful during weight loss. It does suggest that dramatically increasing protein beyond 1.2 grams per kilogram won’t deliver proportionally bigger results, and there may be metabolic trade-offs. For most women cutting calories, aiming for that 1.0 to 1.2 gram range strikes a practical balance between muscle preservation and overall metabolic health.
How to Spread Protein Across the Day
Your body can only use so much protein at once to build and repair muscle. Research shows the muscle-building response tops out at around 30 grams of protein in a single meal for most people, with diminishing returns up to about 45 grams. Eating 70 grams at dinner and 10 at breakfast is less effective than splitting your intake more evenly.
A practical approach is to aim for at least 25 to 30 grams at each of your three main meals, spaced roughly four to five hours apart. If your daily target is higher, say 90 or 100 grams, a protein-rich snack between meals fills the gap without requiring enormous portions at any single sitting.
Plant-Based Protein Considerations

Animal-based protein sources, like eggs, fish, poultry, and dairy, consistently score higher on digestibility measures than plant-based alternatives. This doesn’t mean plant protein is inadequate, but it does mean you may need to eat a bit more total protein if plants are your primary source.
The University of Georgia recommends nonpregnant women aim for at least 1.2 grams per kilogram of body weight, particularly to maximize muscle growth and strength, a target that also provides a buffer for the lower digestibility of plant foods. Good plant sources include tofu, tempeh, edamame, lentils, beans, nuts, seeds, and quinoa. Combining these throughout the day covers your full amino acid profile without needing to pair specific foods at every meal.
Safety and Upper Limits
There is no established upper limit for protein intake in healthy adults, and high-protein diets are not known to cause kidney damage in people with normal kidney function. The concern about protein harming kidneys applies specifically to people who already have kidney disease, because their kidneys struggle to clear the waste products of protein metabolism.
For healthy women, intakes up to 2.2 grams per kilogram are well within the range used in athletic research without reported harm. Problems are more likely to arise from what high-protein diets displace: if eating more protein means eating far fewer vegetables, fruits, and fiber, the overall diet quality suffers regardless of how much protein you’re getting.
