But the total amount you eat across the entire day matters more than what you consume in any single post-workout window.

The 20 to 40 Gram Sweet Spot

Your muscles need amino acids to repair the microscopic damage caused by exercise, and about 20 to 25 grams of high-quality protein (from sources like whey, eggs, or meat) is enough to maximize that repair process in a single sitting. Going up to 30 grams can help ensure you hit the threshold of leucine, the specific amino acid that flips the switch from muscle breakdown to muscle building. You need roughly 3 grams of leucine to trigger that shift, and 30 grams of a complete protein source reliably delivers it.

Beyond about 35 grams in one sitting, your muscles already have more building material than they can use. The excess gets redirected to other functions in the body or is eventually excreted.
