That’s significantly more than the standard recommendation of 0.8 grams per kilogram, which is designed to prevent deficiency, not to support fat loss or preserve muscle during a calorie deficit.

As a percentage of your total calories, aiming for 20% to 30% from protein is a practical target for weight loss. The exact number depends on your body size, activity level, and how aggressively you’re cutting calories.

Why Protein Matters More During Weight Loss

When you eat fewer calories than your body needs, it doesn’t just burn fat. It also breaks down muscle for energy. Losing muscle slows your metabolism, making it harder to keep losing weight and easier to regain it later. Higher protein intake counteracts this by giving your body the raw material it needs to maintain muscle tissue even while you’re in a deficit.

Stanford Medicine nutritionist Nathalie Sessions recommends 1.6 grams of protein per kilogram of adjusted body weight for clients actively losing weight, including those on weight loss medications. The logic is straightforward: people eating fewer calories face a higher risk of muscle loss, so they need proportionally more protein than someone eating at maintenance.

How Protein Helps Control Hunger

Protein is the most satiating of the three macronutrients, and the effect is measurable. A meta-analysis of randomized controlled trials found that protein meals reduced hunger, decreased the desire to eat, and increased feelings of fullness compared to lower-protein meals. The effect works through your gut hormones: protein lowers ghrelin (the hormone that drives hunger) and raises hormones that signal fullness, including GLP-1 and cholecystokinin.

These hormonal shifts become significant at doses of 35 grams or more per meal. In practical terms, this means a breakfast of two eggs and toast (about 18 grams of protein) won’t trigger the same satiety response as a breakfast with Greek yogurt, eggs, and a side of cottage cheese (closer to 35 to 40 grams). Protein Burns More Calories During Digestion

For a 150-pound (68 kg) person, this range works out to about 82 to 109 grams of protein per day. For a 200-pound (91 kg) person, it’s roughly 109 to 145 grams. If you have a significant amount of weight to lose, use your goal weight or “adjusted” body weight rather than your current weight, since excess body fat doesn’t require extra protein to maintain.

Spreading Protein Across Meals

Your body can only use so much protein at once for muscle maintenance. Research shows that muscle-building peaks at around 30 grams of protein per meal. Eating 60 grams in one sitting doesn’t double the benefit. This means distributing your daily target across three or four meals is more effective than loading it all into dinner, which is what most people tend to do.

Is High Protein Safe?

For healthy adults, high-protein diets are not known to cause medical problems. The old concern that extra protein damages kidneys has not held up in research on people with normal kidney function.
