There is no single gram number where protein becomes “too much” for everyone. The threshold depends on your body weight, kidney health, and what else you’re eating. That said, research points to several practical limits worth knowing: muscle-building benefits plateau around 30 to 45 grams per meal, most people thrive on 0.8 to 1.7 grams per kilogram of body weight per day depending on activity level, and genuine protein poisoning begins when protein makes up roughly 45% or more of your total calories.
Why No Official Upper Limit Exists
Unlike vitamins and minerals, protein has no formal Tolerable Upper Intake Level set by nutrition authorities. Health Canada’s Dietary Reference Intakes tables explicitly note that “the absence of definitive data does not signify that people can tolerate chronic intakes of these substances at high levels.” In other words, scientists haven’t drawn a hard line because the evidence is complicated, not because any amount is safe.
The Recommended Dietary Allowance (RDA) for protein is 0.8 grams per kilogram of body weight per day. For a 155-pound (70 kg) person, that’s about 56 grams. This number represents the minimum to prevent deficiency in most healthy adults, not an ideal target for someone who exercises regularly or is trying to build muscle.
How Much Your Body Can Actually Use Per Meal
Your muscles can only ramp up their repair and growth process so fast. Studies measuring muscle protein synthesis show a graded increase as you eat more protein in a single sitting, but the response tops out. Research on adults found that the greatest gains in leg lean mass and strength were associated with meals containing 30 to 45 grams of protein. Eating 60 or 80 grams in one meal won’t double the muscle-building effect. Your body will still digest and absorb the extra amino acids, using them for energy or other functions, but the muscle-specific benefit flattens out.
This doesn’t mean the extra protein is wasted in a metabolic sense. It just means that spreading your intake across two or three meals with 30 to 45 grams each is a more efficient strategy for building or maintaining muscle than loading everything into one giant shake or steak dinner.
Daily Ranges for Different Activity Levels
How much protein you need per day scales with how active you are:
- Sedentary or light activity: 0.8 to 1.0 g/kg per day. For a 70 kg person, that’s 56 to 70 grams.
- Endurance athletes (runners, cyclists, swimmers): 1.2 to 1.4 g/kg per day, or roughly 84 to 98 grams for that same person.
- Strength-trained athletes (weightlifting, bodybuilding): 1.6 to 1.7 g/kg per day, or about 112 to 119 grams.
Even among serious athletes, recommendations rarely exceed 2.0 g/kg per day. For a 155-pound person, that ceiling sits around 140 grams. Going higher than this hasn’t been shown to produce additional performance or muscle benefits, and it starts to crowd out other nutrients your body needs from fats and carbohydrates.
When Protein Becomes Genuinely Dangerous
True protein poisoning, historically called “rabbit starvation,” happens when protein makes up about 45% or more of your total calories while fat and carbohydrate intake drops to near zero. On a 2,000-calorie diet with almost no other food source, that would mean eating around 500 grams of protein per day. Symptoms include nausea, diarrhea, and eventually a dangerous metabolic state. Early Arctic explorers and frontier hunters who survived on extremely lean game meat with no other food sources documented this condition.
This scenario is nearly impossible to hit with a normal modern diet. Even aggressive high-protein plans like carnivore or ketogenic diets include significant fat, which prevents the metabolic crisis. The real risk of “too much” protein for most people is subtler and slower.
Kidney Concerns Are Real but Specific
When your body breaks down protein, it produces urea as a waste product, which your kidneys filter out. Higher protein intake means higher blood urea nitrogen (BUN) levels and more work for your kidneys. In healthy people with normal kidney function, the body handles this increased workload without measurable harm.
The picture changes if your kidneys are already compromised. Research on patients with impaired kidney function found that protein intake above 1.3 g/kg per day worsened outcomes when blood urea nitrogen was elevated. A BUN threshold of about 4.3 mmol/L served as a useful marker: below it, moderate protein (0.8 to 1.3 g/kg) was fine, but above it, lower protein intake produced better results. If you have chronic kidney disease or are at risk for it, your protein ceiling is meaningfully lower than for someone with healthy kidneys.
The Old Worry About Bone Loss
For years, a common concern was that high-protein diets leach calcium from bones. The logic seemed sound: protein metabolism creates an acid load, and your body pulls calcium from bone to neutralize it. Higher protein intake does increase calcium in your urine, which looked like evidence of bone loss.
More recent research has largely put this fear to rest. The increased urinary calcium turns out to come from greater intestinal absorption rather than bone breakdown. High protein intake raises a growth factor called IGF-1 and lowers parathyroid hormone, both of which support bone health. Multiple large-scale studies now show that long-term high protein intake is positively associated with bone mineral density and a reduced risk of fractures. So within reasonable ranges, more protein appears to help rather than hurt your skeleton.
Practical Signs You’re Overdoing It
Your body gives you signals when protein intake is excessive relative to your needs. Persistent bad breath with an ammonia-like quality can indicate your body is processing more protein than it needs, converting the excess nitrogen into urea and ammonia. Unusually strong-smelling or darker urine suggests your kidneys are working harder to clear protein byproducts, especially if you’re not drinking enough water. Digestive discomfort, particularly constipation, often accompanies very high-protein diets because people tend to eat less fiber when they fill up on meat, eggs, and protein shakes.
If your protein intake has crept up and you notice any of these, the fix is usually straightforward: scale back toward the recommended ranges for your activity level and rebalance your plate with more vegetables, whole grains, and healthy fats. The goal isn’t to minimize protein. It’s to keep it in the range where your body benefits without your kidneys, digestion, or overall nutrient balance paying the price.
