Most healthy adults maximize their body’s muscle-building response with 20 to 40 grams of protein per meal, depending on age, body size, and activity level. For a practical starting point, 30 grams per meal across three to four meals is the target most research supports.
Where the 30-Gram Number Comes From
Your body builds and repairs muscle tissue after you eat protein, but this process has a ceiling. As you increase the amount of protein in a meal, the rate of muscle repair climbs in proportion, then plateaus once you hit a certain dose. A well-known study using beef found that 30 grams of protein was enough to fully activate that repair process, and eating more in the same sitting didn’t push it any higher.
That said, the ceiling isn’t exactly the same for everyone. Research on leg lean mass and strength found that the benefits plateaued around 30 grams per meal for people who only hit that threshold at one meal per day, but climbed as high as 45 grams per meal for people consistently reaching it at two or more meals. So 30 grams is a reliable floor, not a hard cap.
How Body Weight Changes the Target
A more personalized way to calculate your per-meal target is by body weight. The International Society of Sports Nutrition recommends 0.25 grams of high-quality protein per kilogram of body weight per serving. For an 80-kilogram (176-pound) person, that works out to about 20 grams per meal. For a 100-kilogram (220-pound) person, it’s 25 grams. These figures represent the minimum effective dose for younger, active adults, with the upper range extending to 40 grams per serving depending on training intensity and goals.
People who regularly lift weights or train for endurance events need 1.2 to 1.7 grams per kilogram across the full day. Spreading that total across three to four meals, each containing at least 20 to 30 grams, is the simplest way to consistently hit those targets without relying on one massive serving.
Older Adults Need More Per Meal
As you age, your muscles become less responsive to the protein you eat. This phenomenon, called anabolic resistance, means older adults need a larger dose of protein per meal to trigger the same repair process that a smaller dose handles in younger people. Research from Stanford Lifestyle Medicine puts the difference in sharp terms: a 22-year-old needs roughly 0.2 grams per kilogram per meal, while a 71-year-old needs about 0.4 grams per kilogram per meal, essentially double.
In practical terms, 20 grams per meal might be plenty if you’re 25. If you’re over 50, the recommendation shifts to around 30 to 35 grams per meal. For a 165-pound person in that age range, that translates to about 30 grams at each sitting.
Why Leucine Matters
Not all protein sources trigger muscle repair equally. The key signal that flips the switch on muscle building is leucine, one of the essential amino acids found in higher concentrations in animal proteins, dairy, and soy. Each meal should deliver roughly 2 to 3 grams of leucine to fully activate that repair signal. In older adults, the threshold skews toward 3 grams.
You don’t need to track leucine separately if your protein sources are high quality. A 30-gram serving of whey protein, chicken, eggs, or Greek yogurt will typically contain enough leucine on its own. Plant proteins like beans and grains tend to have lower leucine concentrations, so you may need a slightly larger total protein serving (or a combination of sources) to reach the same trigger point.
Does Protein Distribution Actually Matter?
The idea that you should spread protein evenly across meals, rather than loading it into one or two large servings, is intuitive and widely repeated. The logic is straightforward: if your body can only use so much protein at once for muscle repair, eating 90 grams at dinner and 10 grams at breakfast wastes potential building time. This mirrors the typical Western eating pattern, where dinner accounts for the lion’s share of daily protein.
The actual research, however, is more nuanced than the advice suggests. A 2024 review in the International Journal of Sport Nutrition and Exercise Metabolism concluded that the benefits of even protein distribution “are currently not supported by sufficient high-quality evidence.” Studies comparing even distribution to skewed patterns, and even studies on time-restricted feeding where all food is compressed into an eight-hour window, have mostly found no measurable difference in muscle mass or muscle protein synthesis rates.
This doesn’t mean distribution is irrelevant. It means that hitting your total daily protein target matters more than perfectly balancing every meal. If spreading protein across meals helps you consistently reach your daily goal, that’s reason enough to do it. But if your schedule makes it easier to eat two larger meals instead of four moderate ones, you’re unlikely to lose meaningful muscle because of it.
What Happens Above 40 Grams
Eating more than 40 grams of protein in one sitting isn’t harmful, but the muscle-building return on those extra grams drops off. Mayo Clinic’s guidance is direct: intakes above 40 grams in one sitting are no more beneficial than the recommended 15 to 30 grams for stimulating muscle repair. The excess protein still gets digested and used for energy or other metabolic processes. It doesn’t vanish or automatically turn to fat. It simply doesn’t contribute additional muscle-building stimulus.
One exception worth noting: a serving of 30 to 40 grams of slow-digesting protein (like casein, the primary protein in cottage cheese and casein powder) before sleep has been shown to increase overnight muscle repair rates and slightly raise metabolic rate without affecting fat metabolism. This works because slow-digesting proteins release amino acids gradually over several hours, effectively extending the window your body has access to building material.
Practical Per-Meal Targets
Pulling all of this together into usable numbers:
- Young adults (under 50), moderate activity: 20 to 30 grams per meal, three to four times per day
- Adults over 50: 30 to 35 grams per meal, aiming for 0.4 grams per kilogram of body weight per sitting
- Strength athletes and serious exercisers: 25 to 40 grams per meal, spread every three to four hours across the day
For reference, 30 grams of protein looks like roughly 4 ounces of chicken breast, a cup of Greek yogurt with a handful of almonds, one and a half cups of lentils, or a scoop of whey protein with a glass of milk. If you’re eating three meals a day at 30 grams each, that’s 90 grams before snacks, which comfortably covers most adults’ daily needs and puts active individuals within striking distance of theirs.
