How Many Hours of Sleep Do Teens Actually Need?

Teenagers need 8 to 10 hours of sleep per night. That’s the recommendation from the CDC for adolescents aged 13 to 17. Most teens fall far short of that target: in 2021, 77% of U.S. high school students were getting less than 8 hours on school nights.

Why Most Teens Aren’t Getting Enough

The gap between what teens need and what they actually get is staggering. CDC data from the Youth Risk Behavior Survey shows that insufficient sleep gets worse as students progress through high school, with 84% of 12th graders falling short. Girls are slightly more affected than boys (80% vs. 75%), and rates vary by state, ranging from 71% in South Dakota to 84% in Pennsylvania.

The reasons aren’t just about staying up too late by choice. A combination of biology, school schedules, and screen habits creates a perfect storm that works against teen sleep.

The Biology Behind Late Nights

During puberty, the brain’s internal clock shifts later. Melatonin, the hormone that signals your body it’s time to sleep, starts releasing later in the evening for adolescents than it does for younger children or adults. This is a genuine biological change, not laziness.

Recent research published in Current Biology found that on school nights, adolescents are going to bed late relative to their melatonin rhythm and waking up early relative to it. In other words, school schedules force teens to fall asleep before their bodies are ready and wake up when their brains are at their lowest point of alertness. On holidays and weekends, when teens can follow their natural rhythm, their sleep patterns align much more closely with their melatonin cycle. They’re “biologically ready” to go to bed earlier than they actually do on school nights, but the combination of homework, social pressure, and screens pushes bedtime past their natural window.

How Screens Push Bedtime Later

Evening screen use makes the biological delay even worse. The blue light from phones, tablets, and laptops suppresses melatonin production in a measurable way. In one study, two hours of reading on an LED tablet caused a 55% drop in melatonin levels and delayed melatonin onset by 1.5 hours compared to reading a printed book under low light. Another study on university students found that just two hours of evening light exposure shifted the internal clock by an average of 1.1 hours.

For a teen whose melatonin is already releasing late, adding an hour or more of delay from screen exposure can easily push the point of feeling sleepy past midnight, while the alarm still goes off at 6:30 a.m.

What Sleep Loss Does to a Teen’s Body

Short sleep doesn’t just make teens groggy. It has real metabolic consequences. Meta-analyses of research on children and adolescents have found that shorter sleep duration is associated with up to an 80% increased likelihood of obesity, with some analyses reporting a twofold increased risk. Longitudinal studies show that adolescents who consistently sleep less tend to have steeper increases in body mass index over time. Circadian rhythms are directly linked to metabolism and weight regulation, so both the amount and timing of sleep matter.

Beyond weight, sleep-deprived teens face higher rates of depression, difficulty concentrating, poor memory, and behavioral issues. They’re also more likely to lean on caffeine through coffee and energy drinks to get through the day, which can further disrupt sleep at night and create a self-reinforcing cycle.

Signs Your Teen Isn’t Sleeping Enough

Sleep deprivation in teens doesn’t always look like yawning in class. Watch for difficulty concentrating on homework or conversations, increased irritability or mood swings, declining school performance, and a growing reliance on caffeine. Some teens compensate so well during the day that the signs are subtle: they crash hard on weekends, sleeping until noon or later, or they become withdrawn rather than visibly tired.

Frequent snoring is worth paying attention to as well. It can be a sign of sleep apnea, a condition where breathing repeatedly stops during sleep. If your teen wakes up during the night regularly or gets out of bed for unexplained reasons, that also warrants a closer look.

The Weekend Catch-Up Trap

Many teens try to recover lost sleep by sleeping in on weekends. This helps partially. Extra weekend sleep does reduce some of the accumulated sleep debt and can improve daytime function and mood. But it comes with a tradeoff: the large gap between weekday and weekend sleep schedules creates what researchers call “social jetlag,” a mismatch between the biological clock and the social clock.

This mismatch is associated with reduced sleep quality, worse daytime functioning, and an increased risk of depression and metabolic problems. Sleeping until noon on Saturday feels great in the moment, but it pushes the internal clock even later, making Sunday night’s bedtime harder and Monday morning more brutal. The protective effect of catching up on sleep hours and the harmful effect of shifting your schedule in opposite directions work against each other.

What Actually Helps

The most impactful change is a structural one. The American Academy of Pediatrics recommends that middle and high schools start no earlier than 8:30 a.m. Districts that have made this shift have seen measurable improvements in student sleep, attendance, and well-being. If your teen’s school starts earlier than that, the margin for getting 8 hours becomes very thin.

At home, the most effective habit changes target the hour before bed. Putting screens away 60 to 90 minutes before the desired bedtime removes the biggest artificial delay to melatonin release. A consistent bedtime and wake time, even on weekends (within about an hour of variation), reduces social jetlag and helps the internal clock stay stable. Keeping the bedroom cool, dark, and reserved for sleep rather than homework or scrolling reinforces the association between the room and rest.

These changes won’t add hours overnight, but even shifting bedtime 20 to 30 minutes earlier can make a noticeable difference in mood, focus, and energy within a week or two. For a teen currently getting 6 hours, the goal doesn’t have to be 10 right away. Getting to 8 consistently is a meaningful improvement that most teens can realistically achieve with the right environment and habits in place.
