Most adults need 7 to 9 hours of sleep per night. Adults over 65 can function well on 7 to 8 hours. These ranges come from the National Sleep Foundation’s expert panel, which evaluated thousands of studies to land on those numbers. But the recommendation alone doesn’t tell the full story. How much sleep you actually get, what happens when you fall short, and why “catching up” on weekends doesn’t work the way you’d hope are all worth understanding.
The Recommended Range by Age
For adults aged 18 to 64, the target is 7 to 9 hours. For older adults (65 and up), it narrows slightly to 7 to 8 hours. The lower end of each range is a floor, not a goal. Most people who consistently sleep at the bottom of the range are getting by, not thriving.
Where you fall within that window depends on genetics, activity level, and overall health. A small number of people carry mutations in genes called DEC2 or ADRB1 that allow them to function normally on fewer than 6 hours. This is genuine short sleeper syndrome, and it’s rare enough that researchers can’t pin down a reliable prevalence. If you need an alarm clock to wake up, or you feel drowsy during the afternoon, you almost certainly don’t have it.
What Happens Inside Those Hours
Not all sleep is equal. Your brain cycles through distinct stages, and each one does different work. Deep sleep, also called slow-wave sleep, is when your body repairs tissue, strengthens your immune system, and consolidates memories. Adults typically spend 10% to 20% of the night in this stage. REM sleep, the phase associated with dreaming and emotional processing, accounts for about 20% to 25% of a full night.
Both stages are back-loaded in different ways. You get most of your deep sleep in the first half of the night and most of your REM sleep in the second half. This is why cutting your sleep short by even an hour or two disproportionately reduces REM time, which can affect mood, learning, and emotional regulation. It also explains why six hours of sleep isn’t simply “a little less” than eight. You’re losing a larger share of specific, functionally important sleep stages.
As you age, deep sleep naturally declines, with a gradual reduction that tends to level off in your 70s. This is one reason older adults often feel lighter sleep is normal for them, and partly why the recommended range drops to 7 to 8 hours rather than 7 to 9.
How Sleep Deprivation Affects Your Body
The consequences of short sleep go well beyond feeling tired. After about 16 hours of continuous wakefulness, your brain starts experiencing attention lapses. In lab studies, these lapses begin around midnight and peak at about 7 a.m. after 26 hours awake. Reaction time, decision-making, and the ability to sustain focus all degrade measurably. Brain imaging shows that sleep deprivation reduces activity in the networks responsible for sustained attention, and these changes are only partially reversed by a single night of recovery sleep.
The metabolic effects are just as concerning. A large cohort study that followed participants for 16 years found that people sleeping 5 hours or fewer per night had a 17% higher risk of developing type 2 diabetes compared to those sleeping between 5 and 7 hours. The risk was even more pronounced in non-obese individuals and men under 60, where the increase reached 34% and 22%, respectively. Short sleep appears to impair how your body processes insulin, independent of diet or weight.
Cardiovascular health follows a similar pattern. A meta-analysis published in the Journal of the American College of Cardiology found that short sleep duration raised the risk of developing high blood pressure by 7%. When sleep dropped below 5 hours, that risk climbed to 11%. Women showed particular vulnerability, with a 7% increased risk even after controlling for other factors.
Why Weekend Catch-Up Sleep Falls Short
If you’re sleeping 5 or 6 hours on weeknights and banking on Saturday morning to make up the difference, the math doesn’t work out the way your body needs it to. Researchers at the University of Colorado tested this directly. Subjects who cut sleep by 5 hours during the week and then slept freely on weekends still showed increased calorie intake after dinner, reduced energy expenditure, weight gain, and impaired insulin function. On paper, their sleep debt was resolved. In practice, their metabolic markers looked nearly identical to subjects who stayed sleep-deprived through the weekend with no catch-up at all.
This doesn’t mean extra sleep on weekends is worthless. It helps with alertness and mood in the short term. But it doesn’t undo the metabolic and cardiovascular damage of chronic short sleep during the week. Consistency matters more than the weekly total.
The Real-World Cost of Poor Sleep
Sleep deprivation affects more than individual health. Researchers at Harvard Medical School estimated that insomnia alone costs the U.S. workforce $63.2 billion per year in lost productivity. The average affected worker loses 11.3 days of productive work annually, translating to roughly $2,280 per person. These losses come not from absenteeism but from presenteeism: being at work but functioning poorly.
Globally, sleep patterns vary dramatically. In Japan, adults average just 6 hours and 18 minutes per night, well below the recommended minimum. This kind of population-level sleep deficit helps explain why public health organizations increasingly treat insufficient sleep as seriously as poor diet or physical inactivity.
How to Tell If You’re Getting Enough
The simplest test is whether you can wake up without an alarm and feel alert within 15 to 20 minutes. Other signs you’re in your personal sweet spot include stable energy through the afternoon, consistent mood, and the ability to concentrate on a task for 30 minutes or more without your mind wandering due to fatigue.
If you’re unsure where you fall, try this: during a stretch with no obligations (a vacation works well), go to bed when you feel sleepy and wake up without an alarm for at least five consecutive nights. Skip the first two nights, since your body may be paying off debt. Your natural sleep duration on nights three through five gives you a reliable baseline. Most people land between 7.5 and 8.5 hours, though anywhere in the 7 to 9 range is normal.
If you consistently need more than 9 hours and still feel unrefreshed, that’s worth investigating. Conditions like sleep apnea, thyroid disorders, or depression can create a pattern where you spend plenty of time in bed but very little of it in restorative sleep stages. The issue in those cases isn’t duration but quality.
