The general guideline for total daily water intake is about 3.7 liters for adult men and 2.7 liters for adult women. That includes water from everything you consume: plain water, other beverages, and food. In terms of what you actually need to drink, the number is lower, because roughly 20% of your daily water comes from the food you eat. So men typically need around 3 liters of fluids and women around 2.2 liters from drinks alone.
Where the “8 Glasses a Day” Rule Came From
The popular advice to drink eight glasses (about 2 liters) of water a day has no solid scientific backing. Heinz Valtin, a kidney specialist at Dartmouth Medical School, traced the idea to a 1945 recommendation from the Food and Nutrition Board suggesting “approximately 1 milliliter of water for each calorie of food.” For a typical 2,000-calorie diet, that works out to about 2 liters. The problem? The very next sentence in that recommendation noted that “most of this quantity is contained in prepared foods,” and that part was apparently ignored. Valtin found no scientific studies supporting the idea that everyone needs to drink eight standalone glasses of water per day.
The number isn’t wildly off as a rough target for drinking water, but it misses the point. Your actual needs depend on your size, activity level, climate, and what you eat. A person who eats lots of fruits, soups, and vegetables absorbs meaningful water through food. Someone eating mostly dry, processed foods gets far less that way.
How Activity Changes Your Needs
Exercise increases water loss through sweat substantially, and the replacement math is straightforward. During physical activity, the recommendation is to drink about 200 to 300 milliliters every 15 minutes, which works out to roughly 0.8 to 1.2 liters per hour of exercise. That’s on top of your baseline daily intake.
If you’re exercising for over an hour, especially in heat, plain water alone may not be enough. Sweat contains electrolytes, particularly sodium, and replacing only the water without the minerals can dilute your blood sodium levels. Sports drinks or adding a pinch of salt to your water helps during prolonged, heavy exercise. For a typical 30- to 60-minute workout, plain water is fine.
Climate and Heat Exposure
Hot, humid environments increase your fluid needs significantly, even without exercise. You can lose an extra liter or more through sweat just by being outdoors in high heat. Dry climates and high altitudes also pull water from your body faster through respiration and evaporation, often without you noticing increased sweating. If you’ve moved to a hotter climate or are traveling to altitude, you’ll likely need an extra 0.5 to 1 liter above your normal intake until your body adjusts.
Pregnancy and Breastfeeding
Pregnant women need more water to support increased blood volume and amniotic fluid. The American College of Obstetricians and Gynecologists recommends 8 to 12 cups (roughly 1.9 to 2.8 liters) of water daily during pregnancy. If you’re breastfeeding, your needs go up further, since breast milk is about 87% water. Most lactating women need an additional 0.5 to 1 liter beyond the standard recommendation, bringing total fluid intake closer to 3.5 liters per day.
Why Older Adults Are at Higher Risk
As you age, the brain mechanisms that trigger thirst become less sensitive. Research shows that thirst responses to dehydration, low blood volume, and changes in blood concentration are all reduced in older adults. This means seniors can become significantly dehydrated without ever feeling thirsty. The water requirement itself doesn’t drop much with age, but the internal warning system does.
This isn’t a minor issue. During heat waves, significant illness and death in elderly populations is primarily caused by inadequate water intake driven by this blunted thirst response. Older adults benefit from drinking on a schedule rather than waiting until they feel thirsty, and keeping water visible and accessible throughout the day.
How to Tell If You’re Drinking Enough
Rather than obsessing over hitting an exact liter count, urine color is the most practical day-to-day gauge of hydration. Pale, straw-colored urine means you’re well hydrated. Slightly darker yellow suggests you need a glass of water. Medium to dark yellow means you’re dehydrated and should drink two to three glasses soon. Very dark urine in small amounts, especially with a strong smell, signals significant dehydration.
A few things can throw off this color check. B vitamins turn urine bright yellow even when you’re fully hydrated. Beets can make it pink. Certain medications alter the color too. If you’re taking any of these, pay more attention to volume and frequency. Urinating every two to four hours in reasonable amounts generally indicates adequate hydration.
Can You Drink Too Much Water?
Yes, though it’s uncommon in everyday life. Drinking excessive amounts of water in a short period can dilute sodium in your blood to dangerous levels, a condition called hyponatremia. This is most often seen in endurance athletes who drink large volumes of plain water during events lasting several hours, or in people who force themselves to drink far beyond thirst. Symptoms include nausea, headache, confusion, and in severe cases, seizures.
For most people, healthy kidneys can process about 0.8 to 1 liter of water per hour. Staying below that rate and spreading your intake throughout the day keeps you well within the safe range. There’s no benefit to gulping a full day’s worth of water in one sitting; your body can’t store it and simply excretes the excess.
