How Many Liters of Water Should You Drink a Day?

That number, set by the National Academies of Sciences, Engineering, and Medicine, covers all water you take in, not just what you pour into a glass. About 20% of your daily water comes from food, so the amount you actually need to drink is lower than the headline figure suggests.

The Standard Daily Recommendations

The adequate intake for total water (beverages plus food) is 3.7 liters per day for adult men and 2.7 liters per day for adult women. These figures hold steady from ages 19 through 50. Since roughly 20% of your water comes from food (fruits, vegetables, soups, and even bread contain water), the drinking portion works out to about 3.0 liters for men and 2.2 liters for women. That’s roughly 13 cups and 9 cups, respectively.

These numbers represent averages across healthy adults living in temperate climates with moderate activity levels. They’re a starting point, not a prescription. Your actual needs shift based on how much you sweat, where you live, and what you eat.

Why the “8 Glasses a Day” Rule Is Incomplete

The popular advice to drink eight 8-ounce glasses of water per day (about 1.9 liters) has no single scientific origin. It’s a reasonable minimum for many people, but it undershoots the formal recommendations for most adult men and may fall short for active women too. More importantly, it ignores food-based water entirely. A person eating lots of fresh fruits, salads, and soups may need fewer glasses than someone eating mostly dry, processed food.

A Weight-Based Way to Estimate

If you want a more personalized number, a common clinical formula multiplies your body weight in kilograms by 30 milliliters. A 70 kg person (about 154 pounds) would need roughly 2,100 mL, or 2.1 liters, of fluid per day. A 90 kg person (about 198 pounds) would need around 2.7 liters. This method accounts for the fact that larger bodies contain more water and lose more through basic metabolic processes.

Keep in mind this formula gives you a baseline for a sedentary day in comfortable temperatures. Any additional sweating from exercise or heat means you need more.

Adjustments for Exercise

During physical activity, sweat rates range from about one liter per hour to as much as three liters per hour depending on the person, the intensity, and the environment. A general guideline from the Korey Stringer Institute is to drink 200 to 300 mL every 15 minutes during exercise, which works out to roughly 0.8 to 1.2 liters per hour.

Since individual sweat rates vary so widely, no single number works for everyone. A practical approach: weigh yourself before and after a long workout. Each kilogram lost represents roughly one liter of fluid you didn’t replace. Over time, this tells you how much extra water you personally need on active days.

Pregnancy and Breastfeeding

Pregnant women need about 300 mL of additional water per day beyond the standard recommendation, bringing total drinking water to roughly 2.3 liters. Breastfeeding increases the demand more substantially: an extra 600 to 700 mL per day is recommended, since breast milk is mostly water. That puts a breastfeeding woman’s drinking target at around 2.6 to 2.7 liters daily.

How Your Body Regulates Water

Your body doesn’t passively wait for you to remember to drink. When the concentration of dissolved particles in your blood rises (a sign you’re getting dehydrated), specialized sensors in the brain detect the shift and trigger thirst. At the same time, they signal the release of a hormone that tells your kidneys to hold onto water by producing less, more concentrated urine. When blood volume drops, a separate set of receptors in your blood vessels kicks off the same response through a different pathway. These overlapping systems mean that for most healthy adults, thirst is a reliable signal that it’s time to drink.

The exception is older adults, who often experience a blunted thirst response. If you’re over 65, relying on thirst alone may not be enough, and checking urine color becomes a more practical habit.

Using Urine Color as a Guide

Your urine is a surprisingly useful hydration gauge. Pale, straw-colored urine generally means you’re well hydrated. As the color deepens to a medium or dark yellow, you’re moving from mildly dehydrated to genuinely dehydrated. Very dark, strong-smelling urine in small amounts signals that you need to drink a significant amount of water right away.

One caveat: certain foods (beets, asparagus), B vitamins, and some medications can change urine color regardless of hydration status. If you’ve recently taken a multivitamin and your urine is neon yellow, that’s the riboflavin, not dehydration.

Can You Drink Too Much?

Yes. Drinking more than about one liter per hour over a sustained period can overwhelm your kidneys’ ability to excrete the excess. When that happens, sodium levels in your blood drop dangerously low, a condition called hyponatremia. Symptoms include nausea, headache, confusion, and in severe cases, seizures. This is most common in endurance athletes who aggressively overhydrate during long events, but it can happen to anyone who forces down large volumes of water in a short window.

The practical ceiling: keep intake below about one liter per hour unless you’re sweating heavily and replacing electrolytes at the same time. Sipping steadily throughout the day is both safer and more effective than drinking large amounts at once.

Practical Tips for Hitting Your Target

  • Front-load your morning. Drinking a glass or two of water first thing helps offset the mild dehydration that builds overnight.
  • Eat water-rich foods. Cucumbers, watermelon, oranges, and lettuce are all above 90% water by weight, and they count toward your total intake.
  • Match your container to your goal. If your target is 2.5 liters, a one-liter bottle refilled two and a half times makes tracking effortless.
  • Drink with meals. Pairing water with breakfast, lunch, and dinner builds a baseline of three natural drinking occasions you don’t have to remember.
  • Adjust for climate. Hot, humid days and dry, heated indoor air both increase water losses through sweat and respiration. On those days, add an extra glass or two beyond your usual amount.
