Most adults need 1,000 mg of calcium per day. Women over 50 and everyone over 70 need 1,200 mg. Teenagers and preteens need the most at 1,300 mg daily, because their bones are growing rapidly. These numbers represent the Recommended Dietary Allowance set by the National Institutes of Health, and they include calcium from all sources: food, drinks, and supplements combined.
Daily Calcium Needs by Age and Sex
Calcium requirements shift at several points throughout life. Here’s what the current guidelines recommend:

- Children 1 to 3 years: 700 mg

Calcium During Pregnancy and Breastfeeding
Pregnant and breastfeeding women don’t need extra calcium beyond what’s recommended for their age group. That means 1,000 mg for women 19 and older, and 1,300 mg for pregnant teens. The body adapts during pregnancy by absorbing calcium from food more efficiently. During breastfeeding, some calcium is temporarily pulled from the bones to supply breast milk, but studies show this bone loss is typically recovered within several months after weaning.
Best Food Sources of Calcium
Dairy remains the most concentrated everyday source. A single cup of milk or yogurt provides roughly 300 mg, so three servings gets you close to 1,000 mg. Hard cheeses like cheddar and Parmesan are even more calcium-dense per ounce. But dairy isn’t the only option.
Canned sardines and salmon (eaten with their soft bones) are surprisingly rich in calcium. Fortified plant milks, including soy, almond, and oat varieties, are typically fortified to match cow’s milk at around 300 mg per cup, though you should check the label since amounts vary by brand. Tofu made with calcium sulfate, fortified orange juice, and leafy greens like kale and bok choy also contribute meaningful amounts.
One important caveat with greens: not all of them deliver calcium your body can actually use. Spinach and beet greens contain high levels of oxalates, compounds that bind to calcium and prevent it from being absorbed. So while spinach looks calcium-rich on paper, your body captures very little of it. Kale, broccoli, and bok choy are much better choices because they’re low in oxalates. Whole grains, seeds, and legumes contain phytates, another compound that reduces calcium absorption, though cooking and soaking these foods helps minimize the effect.
How to Get More From Supplements
If you’re not hitting your target through food, supplements can fill the gap. The two most common forms are calcium carbonate and calcium citrate, and the difference matters more than you might think.
Calcium carbonate is 40% elemental calcium by weight, making it the most compact option. A 1,250 mg tablet delivers 500 mg of actual calcium. The catch is that it needs stomach acid to dissolve properly, so you should take it with a meal. People who take acid-reducing medications or who have naturally low stomach acid may absorb it poorly.
Calcium citrate is only 21% calcium by weight, so you need to take more tablets to get the same dose. The trade-off is that it doesn’t depend on stomach acid, so you can take it on an empty stomach and it absorbs reliably regardless of your digestive situation.
Regardless of which form you choose, your body absorbs calcium most efficiently in doses of 500 mg or less at a time. If you need 1,000 mg from supplements, split it into two doses taken several hours apart rather than swallowing everything at once. Absorption efficiency drops noticeably with larger single doses.
Why Vitamin D Matters for Absorption
Calcium can’t do its job without vitamin D. Your body uses the active form of vitamin D to control specialized channels in the lining of your small intestine that pull calcium from digested food into your bloodstream. Without enough vitamin D, those channels don’t open as readily, and much of the calcium you eat passes through unabsorbed.
When vitamin D levels in the blood drop very low, the body can no longer produce enough of its active form to support calcium absorption at all. This is one reason why calcium and vitamin D deficiencies tend to travel together, and why many calcium supplements include vitamin D in the same tablet. Most adults need 600 to 800 IU of vitamin D daily, depending on age.
Risks of Taking Too Much
More calcium is not better. Consistently exceeding your needs, especially through supplements, raises the risk of kidney stones. Excess calcium that isn’t absorbed into bone can form crystals in the kidneys, and over time those crystals combine into stones. Very high intake can also lead to hypercalcemia, a condition where calcium builds up in the blood. This can weaken bones (the opposite of what you’re trying to achieve), cause fatigue, and interfere with heart and kidney function.
The safe upper limit is 2,500 mg per day for adults 19 to 50, dropping to 2,000 mg per day for those over 51. These limits include calcium from all sources. Most people who eat a balanced diet and take a standard supplement won’t come close to these numbers, but it’s worth adding up your totals if you’re taking calcium from multiple supplements, fortified foods, and antacids (many of which contain calcium carbonate).
Practical Tips for Hitting Your Target
Start by estimating how much calcium you’re already getting from food. If you eat two to three servings of dairy or fortified alternatives daily, you’re likely covering 600 to 900 mg. A supplement of 200 to 500 mg can bridge the remaining gap. If you eat very little dairy and don’t regularly consume fortified foods, you may need a larger supplement, but splitting it into two doses is still the smartest approach.
Timing your calcium supplement away from iron-rich meals or iron supplements is also worth considering, since calcium can interfere with iron absorption when taken at the same time. And if you’re taking calcium carbonate, pairing it with your largest meal of the day ensures you have enough stomach acid to break it down efficiently.
