Most clinical trials showing muscle-building benefits from ashwagandha used between 300 mg and 600 mg of a standardized root extract per day, taken consistently for at least eight weeks. That range, particularly 600 mg daily, is the dose with the strongest evidence behind it for improving strength and body composition alongside resistance training.
The Dose Most Supported by Research
The sweet spot for muscle gain sits at 600 mg per day of a standardized ashwagandha root extract. In one study of 80 adults, 600 mg daily for eight weeks led to increased muscle strength and improved aerobic capacity (VO2 max). A separate eight-week trial found that the group taking ashwagandha improved their overall muscular strength by 23%, compared to just 8% in the placebo group. Those gains showed up across major lifts, with statistically significant improvements in both bench press and leg press for men and women.
Some studies have used doses up to 1,250 mg daily and still observed benefits for lean mass. But 600 mg is the most commonly tested dose in resistance training contexts, and it consistently produces results without increasing side effects. If you’re starting out, 300 mg twice a day (totaling 600 mg) or a single 600 mg dose are both reasonable approaches.
What “Standardized Extract” Actually Means
Not all ashwagandha supplements are the same. The active compounds responsible for its effects are called withanolides, and the concentration of these compounds varies wildly between products. The most widely studied branded extract is KSM-66, which is standardized to contain more than 5% withanolides per 300 mg capsule. This is the extract used in many of the trials that showed strength and body composition improvements.
Another common extract, Sensoril, is made from both the root and leaf and has a different withanolide profile. It’s been studied more for stress and sleep than for exercise performance. When shopping for a supplement specifically for muscle gain, look for a root extract standardized to at least 5% withanolides. Generic ashwagandha powder (the kind sold as loose root powder) contains far lower concentrations, so you’d need much larger amounts to match the doses used in research, and even then the results would be less predictable.
How It Helps With Muscle Growth
Ashwagandha’s reputation as a muscle-building supplement rests on two mechanisms: stress hormone management and exercise recovery. During intense training blocks, your body ramps up cortisol production. Chronically elevated cortisol works against muscle growth by promoting protein breakdown and fat storage. Ashwagandha appears to blunt that stress response. In a study of team sports athletes during preseason training, the placebo group showed significant spikes in cortisol and cortisone over six weeks, while the group taking ashwagandha kept those hormones relatively stable.
The recovery angle matters too. Ashwagandha may help reduce muscle damage and inflammation after training sessions, which means less soreness and faster recovery between workouts. Over weeks and months, that adds up: you can train harder, more frequently, or both.
One thing ashwagandha does not appear to do reliably is boost testosterone. Despite its marketing, clinical trials in athletes have not found significant changes in testosterone levels or the testosterone-to-cortisol ratio. The muscle-building benefit seems to come from keeping stress hormones in check rather than pushing anabolic hormones higher.
Body Composition Changes
Beyond raw strength, ashwagandha at doses of 600 to 1,250 mg daily has shown modest effects on body composition in studies lasting one to two months. Participants gained lean mass and lost some fat mass compared to placebo groups, though results have been mixed across different trials. The effects are more consistent in people who are actively resistance training than in sedentary individuals. Think of it as a supplement that amplifies the work you’re already doing in the gym, not one that builds muscle on its own.
When to Take It
Timing doesn’t appear to be critical. Some people split the dose into 300 mg in the morning and 300 mg in the evening. Others take the full 600 mg before training, since there’s some evidence that pre-workout dosing supports strength and endurance during the session. The most important factor is consistency rather than precise timing. Taking it daily at whatever time fits your routine will produce better results than optimizing the clock but missing days.
If ashwagandha causes mild stomach discomfort, taking it with food usually solves the problem.
How Long Before You See Results
Don’t expect overnight changes. Some people notice improved sleep quality or reduced stress within two to four weeks, which can indirectly support training quality. But the measurable strength and body composition improvements in clinical trials consistently show up at the eight-week mark, with many studies running for 12 weeks. Plan on committing to at least two full months of daily supplementation before judging whether it’s working for you.
The research also suggests cycling off periodically rather than taking ashwagandha indefinitely. Eight to twelve weeks on, followed by a break, is a common approach, though there’s no firm consensus on the ideal cycle length. Long-term safety data beyond a few months is limited.
Who Gets the Most Benefit
Ashwagandha’s effects are most pronounced in people dealing with high training stress, poor recovery, or elevated baseline cortisol. If you’re sleeping well, managing stress effectively, and recovering fine between sessions, the incremental benefit may be small. If you’re in a demanding training phase, under-sleeping, or dealing with life stress that’s dragging down your workouts, you’re more likely to notice a real difference. It’s a recovery and stress-management tool first, and a muscle-building supplement second.
