How Much B12 Should a Vegan Take Per Day?

Most vegan adults need 250 to 500 mcg of vitamin B12 daily, or 2,000 to 2,500 mcg once a week. The RDA for adults is only 2.4 mcg, but that number assumes you’re getting B12 from food throughout the day. Supplements work differently: your body absorbs only a small fraction of each dose, so the supplement dose needs to be much higher than the RDA to deliver enough.

Why the Dose Is So Much Higher Than the RDA

Your body absorbs B12 through two pathways. The first is an active transport system that can handle only about 1.5 to 2 mcg at a time. The second is passive diffusion, which absorbs roughly 1% to 2% of whatever dose you take. When you swallow a 1,000 mcg supplement, passive diffusion delivers about 10 mcg. When you take 250 mcg, you get less through passive diffusion but still use active transport for the first couple of micrograms.

This is why a single daily dose of 250 to 500 mcg works well for most vegans: it captures the full active transport capacity plus enough passive absorption to comfortably exceed the 2.4 mcg your body actually needs each day. If you prefer a weekly dose, 2,000 to 2,500 mcg once a week achieves the same result by relying more heavily on that 1% passive absorption spread over the week.

Replenishing Depleted Stores

If you’ve gone more than a few months without a reliable B12 source, your body’s stores may already be low. In that case, a short loading phase helps: 2,000 mcg daily for two weeks to rebuild your reserves before dropping to a standard maintenance dose. B12 is water-soluble, so your body excretes what it doesn’t need, but as a general guideline, it’s reasonable to stay at or below 1,000 mcg per day for long-term use unless a doctor advises otherwise.

Cyanocobalamin vs. Methylcobalamin

Supplements come in two main forms. Cyanocobalamin is synthetic, cheaper, and more stable on the shelf. Methylcobalamin is the form that occurs naturally in animal foods. Marketing often positions methylcobalamin as the “natural” or “active” choice, but the evidence doesn’t clearly support one over the other. During digestion, your body strips the chemical group off either form and converts the remaining cobalamin into whatever active form it needs.

Some research suggests methylcobalamin is slightly more bioavailable. Other studies find cyanocobalamin maintains blood levels more consistently over time. The practical takeaway: both raise B12 levels effectively. Cyanocobalamin is the better-studied form and costs less, which is why most clinical recommendations default to it. If you’re already taking methylcobalamin and your levels are fine, there’s no reason to switch.

Can Fortified Foods Replace a Supplement?

Fortified foods like plant milks, breakfast cereals, nutritional yeast, and yeast extract (such as Marmite) do contain B12. But relying on them as your sole source is tricky. The amount per serving varies by brand, and you’d need to eat multiple fortified foods spread across the day to take advantage of active transport at each meal. The NHS notes that vegan B12 sources from food alone are limited enough that a supplement may still be needed.

If you eat two or three servings of fortified foods daily and each provides at least 1 to 1.5 mcg, you can potentially meet the RDA. But this requires checking labels consistently and eating those foods every single day. A supplement is simpler insurance.

Doses During Pregnancy and Breastfeeding

The recommended daily intake rises to 2.6 mcg during pregnancy and 2.8 mcg while breastfeeding. Infants under six months need 0.4 mcg, which they get entirely from breast milk or formula. If your B12 levels are low, your milk will be low too, and infant deficiency can cause serious developmental problems.

For breastfeeding vegans, a daily supplement of 500 mcg is a common clinical recommendation. This ensures enough B12 passes into breast milk regardless of dietary variation. If you’re pregnant or planning to become pregnant, getting your B12 levels checked beforehand gives you time to correct any shortfall.

Doses for Vegan Children

Children’s RDA values increase with age:

  • Ages 1 to 3: 0.9 mcg per day
  • Ages 4 to 8: 1.2 mcg per day
  • Ages 9 to 13: 1.8 mcg per day
  • Ages 14 and up: 2.4 mcg per day (same as adults)

These are the amounts the body needs to absorb, not supplement doses. Children’s B12 supplements or fortified foods designed for kids can help meet these targets. For younger children, liquid or chewable forms are easier to dose than tablets.

Signs Your Dose Isn’t Enough

B12 deficiency develops slowly, often over months or years, which makes it easy to miss. Early symptoms include persistent fatigue, a sore tongue or mouth ulcers, pale skin, and reduced appetite. These overlap with many other conditions, so people often attribute them to stress or poor sleep.

Neurological symptoms are more distinctive and more concerning: tingling or numbness in the hands and feet, difficulty with balance or coordination, memory problems, and confusion. Depression and irritability can also signal deficiency. Left untreated, nerve damage from B12 deficiency can become permanent, potentially causing lasting peripheral neuropathy or spinal cord degeneration.

Testing Your B12 Status

A standard serum B12 blood test is a reasonable starting point, but it can appear normal even when your functional B12 is low. A more reliable marker is methylmalonic acid (MMA). Your body uses B12 to break down MMA during normal metabolism. When B12 is insufficient, MMA builds up. Elevated MMA is a stronger indicator of true deficiency than serum B12 alone, and it’s particularly useful for vegans whose levels may sit in the low-normal range without clearly crossing the deficiency threshold.

If you’ve been vegan for more than a year and haven’t supplemented consistently, testing is worth doing even if you feel fine. Catching a decline early, before neurological symptoms appear, means it’s fully reversible with supplementation.
