Most adults need a minimum of seven hours of sleep per night, and the deep, restorative portions of that sleep, sometimes called “core sleep,” make up roughly half of it. The CDC recommends seven or more hours for adults aged 18 to 60, with seven to nine hours for those 61 to 64, and seven to eight hours for adults 65 and older. But the concept of “core sleep” gets more specific than just total hours, and understanding what’s happening inside those hours helps explain why cutting sleep short does real damage.
What “Core Sleep” Actually Means
The term “core sleep” doesn’t have a single clinical definition. In sleep science, it generally refers to the portions of sleep your body can’t skip without consequences: deep sleep (stage 3 non-REM) and REM sleep. Deep sleep makes up about 20 to 25 percent of a full night, which works out to roughly 60 to 100 minutes during an eight-hour stretch. REM sleep accounts for another 25 percent. Together, these two stages are the non-negotiable part of your sleep architecture.
Deep sleep is when your body does its heaviest physical repair work: rebuilding tissue, strengthening the immune system, building bone and muscle. Your brain waves slow down dramatically but become more powerful. REM sleep handles the cognitive side, consolidating memories, processing emotions, and supporting learning. If you consistently get enough of both, your body and brain recover. If you don’t, the effects show up quickly.
In polyphasic sleep communities, “core sleep” has a narrower, more specific meaning. The Everyman schedule, for instance, uses a single three-hour nighttime sleep block as its “core,” supplemented by short naps throughout the day. The more extreme Uberman schedule eliminates a core block entirely, replacing all sleep with six evenly spaced 20-minute naps. A National Sleep Foundation consensus panel has flagged these fragmented patterns as harmful, and for good reason: they make it nearly impossible to accumulate enough deep and REM sleep.
What Happens Below Six Hours
Six hours appears to be a meaningful threshold. Research from Harvard Health found that sleeping six hours or less per night is associated with impaired cognition, particularly memory, along with an increase in a brain protein linked to Alzheimer’s disease. This isn’t about feeling a little groggy. Chronic short sleep changes how your brain processes and stores information at a biological level.
The metabolic consequences are just as concrete. Laboratory studies show that restricting sleep increases appetite, reduces feelings of fullness, and impairs your body’s ability to manage blood sugar. These hormonal shifts elevate fasting insulin levels and blood glucose markers associated with type 2 diabetes. Sleep loss also triggers inflammatory responses that compound the metabolic damage, raising cardiovascular risk over time. The American Heart Association notes that sleep affects decision-making, body fat regulation, blood pressure, and inflammation, all of which connect directly to heart disease and stroke risk.
Why Your Number Might Differ
The seven-to-nine-hour range exists because individual sleep needs genuinely vary. Harvard’s Division of Sleep Medicine notes that normal adult requirements fall somewhere between six and nine hours, and these differences are at least partly genetic. Your chronotype (whether you’re naturally a morning or evening person), your age, your activity level, and your health status all shift how much sleep your body demands.
A small percentage of people, roughly 1 to 3 percent of the population, carry a genetic mutation that lets them function normally on less than six hours. Researchers at the American Academy of Sleep Medicine identified a variant of the BHLHE41 gene in a twin study where the carrier averaged just five hours of sleep per night, over an hour less than his identical twin. The carrier also showed 40 percent fewer performance lapses during 38 hours of total sleep deprivation and needed less recovery sleep afterward. This mutation provides genuine resistance to the cognitive effects of sleep loss.
But here’s the catch: between 10 and 20 percent of people carry different genetic variations that make them significantly more vulnerable to sleep deprivation than average. If you feel impaired after a short night, you’re likely not a natural short sleeper, and pushing through on less sleep is doing more harm than you realize.
How to Tell If You’re Getting Enough
The clearest sign that you’re hitting your core sleep needs is waking up without an alarm and feeling functional within 15 to 30 minutes. If you fall asleep the moment your head hits the pillow, that’s not a sign of good sleep habits. It’s a sign of sleep debt. Similarly, if you sleep dramatically longer on weekends than weekdays, you’re likely running a deficit during the week.
Pay attention to afternoon energy. A slight dip after lunch is normal, but if you’re struggling to focus or fighting the urge to nap by 2 or 3 p.m., your core sleep stages are probably being shortchanged. Memory lapses, increased irritability, and frequent illness are other reliable signals that your body isn’t getting the deep and REM sleep it needs to recover.
Teens Need Significantly More

Adolescent brains are still developing, and they require more REM sleep to support that process. Teens also experience a natural shift in their circadian rhythm that pushes their sleep window later, which is why early school start times create a biological mismatch that’s difficult to overcome with willpower alone.
Protecting Your Deep and REM Sleep
Your sleep stages aren’t distributed evenly across the night. Deep sleep is concentrated in the first half, while REM sleep dominates the second half. This means cutting your night short by waking up early disproportionately sacrifices REM sleep, while delaying bedtime but still waking at the same time costs you deep sleep. Both patterns leave gaps in recovery, just in different ways.
Consistency matters more than most people expect. Going to bed and waking up at roughly the same time, even on weekends, helps your body cycle through sleep stages efficiently. Alcohol is one of the most common disruptors: it may help you fall asleep, but it suppresses REM sleep in the second half of the night, effectively hollowing out your core sleep even if your total hours look fine on paper. The same applies to sleeping in a room that’s too warm, which reduces deep sleep duration.
For most adults, the practical target is seven to eight hours of actual sleep, not just time in bed. If it takes you 20 minutes to fall asleep and you wake briefly during the night, you need to budget closer to eight or eight and a half hours in bed to reliably get seven hours of sleep. That buffer is what ensures your body completes enough cycles of deep and REM sleep to keep your brain sharp, your metabolism stable, and your immune system functional.
