How Much Core Sleep Should You Get a Night?

Most adults need 7 to 9 hours of sleep per night, and the true “core” of that sleep, the stages your body cannot function without, takes up roughly the first 5 to 6 hours. But consistently sleeping only that minimum comes with serious health costs. Understanding what core sleep actually is, and why the hours beyond it still matter, can help you make smarter decisions about your schedule.

What “Core Sleep” Actually Means

Core sleep isn’t an official medical term, but it’s widely used by sleep trackers and in polyphasic sleep communities to describe the non-negotiable portion of your nightly rest. It refers to the sleep stages that handle the most critical biological work: deep sleep (stage 3 NREM) and REM sleep. Together, these two stages make up about 50% of a full night’s sleep, with deep sleep accounting for roughly 25% and REM sleep another 25%.

Deep sleep is when your body does its heaviest repair work, reinforcing your immune system and healing tissue. REM sleep is when your brain consolidates memories, processes emotions, and clears metabolic waste. Both stages are concentrated in specific parts of the night. Deep sleep dominates the first half, while REM cycles grow longer toward morning. This is why sleeping only 5 hours still gives you most of your deep sleep but cuts into REM significantly.

The 7-to-9-Hour Recommendation

The National Sleep Foundation recommends 7 to 9 hours for adults aged 18 to 64, and 7 to 8 hours for adults 65 and older. Teenagers need more, typically 8 to 10 hours. These ranges aren’t arbitrary. They reflect the amount of time needed to cycle through all sleep stages multiple times, including the lighter stages that still contribute to hormonal regulation, cardiovascular health, and emotional stability.

Some people genuinely need less. A rare genetic trait called short sleeper syndrome allows certain individuals to function fully on 4 to 6 hours. Researchers have identified about 50 families carrying the relevant gene mutations. If you haven’t always thrived on minimal sleep without caffeine or alarm clocks, you almost certainly don’t have it.

What Happens Below 6 Hours

Six hours is the threshold where measurable damage starts showing up. Sleeping six hours or less is associated with impaired memory and an increase in the brain protein linked to Alzheimer’s disease. The effects aren’t subtle. Being awake for 17 straight hours, which is what happens if you sleep 5 hours and power through a full day, impairs your reaction time to a degree comparable to a blood alcohol level of 0.05%. Stay awake 24 hours and it’s equivalent to 0.10%, above the legal limit for driving in the United States.

The long-term risks are even more striking. A 14-year study found that men with chronic insomnia who slept fewer than six hours were four times more likely to die during the study period compared to men who slept six hours or more without insomnia. That elevated risk held up even after adjusting for smoking, alcohol use, depression, obesity, and sleep apnea. Men who also had diabetes or high blood pressure at the start of the study faced a sevenfold increase in mortality risk.

How Short Sleep Changes Your Hunger and Metabolism

Cutting sleep doesn’t just make you tired. It rewires your appetite. A Stanford study found that people who consistently slept five hours had a 14.9% increase in ghrelin (the hormone that makes you hungry) and a 15.5% decrease in leptin (the hormone that tells you you’re full). That hormonal shift pushes you toward eating more, particularly late-night snacking, which compounds the metabolic strain.

Restricted sleep also reduces your body’s ability to process blood sugar. In controlled experiments, participants sleeping too few hours saw whole-body insulin sensitivity drop by 9% to 27%, depending on the measure. This means the same meal produces a larger blood sugar spike when you’re under-slept, nudging you toward the metabolic patterns that precede type 2 diabetes.

Weekend Catch-Up Sleep Doesn’t Fix It

If you’re banking on sleeping in on weekends to erase a week of short nights, the research is not encouraging. A study published in Current Biology tracked people who slept insufficiently during the workweek, then slept as much as they wanted on weekends, then returned to short sleep. The weekend recovery did not prevent metabolic problems. Insulin sensitivity still dropped, body weight still increased, and late-night snacking persisted. Participants didn’t even fully recover their sleep debt over the weekend, carrying a deficit into the next week.

Perhaps more concerning, the recovery sleep shifted participants’ internal circadian clocks later, making it harder to fall asleep at a reasonable time on Sunday night. This creates a repeating cycle: short sleep during the week, partial recovery on weekends, a delayed body clock that makes Monday even harder, and accumulating metabolic damage that weekend sleep cannot reverse.

Finding Your Personal Number

The range exists because individuals genuinely differ. Your ideal amount depends on genetics, age, physical activity level, and health status. The most reliable way to find your number is a simple experiment: pick a two-week stretch, ideally a vacation, where you can go to bed when you’re tired and wake up without an alarm. After a few days of extra-long recovery sleep, your body will settle into a consistent pattern. That natural duration is your target.

Most people who try this land between 7 and 8.5 hours. If you consistently wake refreshed after 7 hours, that’s your number. If you need 9, that’s equally normal. What matters is that you’re completing enough full sleep cycles to get adequate deep sleep and REM sleep, not just the “core” minimum your body can technically survive on. The hours between 6 and 8 aren’t optional extras. They contain the longest REM periods of the night, and skipping them means skipping the sleep your brain uses most for learning, emotional processing, and long-term cognitive health.
