Healthy adults spend about 25% of their total sleep time in deep sleep. If you’re getting the recommended seven to nine hours per night, that works out to roughly 1.75 to 2.25 hours of deep sleep. Most sleep trackers will show you this number, which is probably what prompted your search. Here’s what that number means and why it matters.
What Counts as Enough Deep Sleep
Deep sleep, also called slow-wave sleep or stage 3 sleep, is the heaviest phase of your sleep cycle. Your brain produces large, slow electrical waves, your heart rate drops, and your muscles fully relax. The 25% benchmark comes from sleep studies of healthy adults, so for a seven-hour sleeper, roughly 105 minutes qualifies as normal. For an eight-hour sleeper, closer to two hours.
That said, there’s no single cutoff that applies to everyone. Your body regulates deep sleep based on how long you’ve been awake and how physically active you were during the day. After a particularly exhausting day, your brain will prioritize more deep sleep in the first half of the night. After a sedentary day, it may need less. The 25% figure is an average, not a prescription.
Why Deep Sleep Matters More Than Other Stages
Deep sleep is when your brain runs its cleanup system. A network of fluid channels, sometimes called the glymphatic system, flushes out metabolic waste that builds up during waking hours. This includes proteins like amyloid-beta and tau, which are linked to cognitive decline when they accumulate. During deep sleep, the spaces between brain cells physically expand, allowing cerebrospinal fluid to flow more freely and carry waste away. At the same time, levels of norepinephrine (a stress-related chemical) drop, which relaxes the channels and makes the whole process more efficient. This waste-clearance system operates at peak activity during deep sleep specifically, not during lighter sleep stages or REM.
Deep sleep is also when your body releases the largest pulses of growth hormone, which drives tissue repair, muscle recovery, and immune function. This is why athletes and people recovering from illness or injury often feel noticeably worse when their deep sleep is disrupted, even if their total hours in bed stay the same.
Deep Sleep Declines With Age
One of the most consistent findings in sleep science is that deep sleep shrinks as you get older. Young adults typically hit that 25% mark without much trouble, but by middle age the proportion starts dropping. Older adults spend noticeably less time in deep sleep, which is a major reason many people over 60 describe themselves as “light sleepers” or feel like they wake up more easily than they used to. The transition between sleep and waking also becomes more abrupt with age, adding to the feeling that sleep quality has deteriorated.
This reduction in deep sleep may partially explain why memory tends to worsen with age and why older adults are more likely to wake up feeling unrefreshed. It’s not just about sleeping fewer hours. The composition of those hours changes, with less time spent in the restorative deep stages.
Signs You’re Not Getting Enough
Because deep sleep handles such specific biological jobs, falling short tends to produce recognizable patterns. Inadequate deep sleep is associated with memory problems, particularly difficulty consolidating new information you learned during the day. You might find yourself rereading the same paragraph or forgetting conversations from the day before.
Over longer periods, consistently low deep sleep is linked to a higher risk of type 2 diabetes and high blood pressure. If you’re sleeping a full seven or eight hours but still waking up groggy, struggling with focus, or feeling physically sore without obvious cause, the issue may be too little deep sleep rather than too little total sleep.
What Disrupts Deep Sleep
Alcohol is one of the most common deep sleep disruptors, though the mechanism is slightly indirect. Drinking before bed fragments your sleep architecture, causing your brain to briefly wake up and restart from lighter stages repeatedly throughout the night. Each of these micro-awakenings resets your sleep cycle and reduces the time you spend in both deep sleep and REM. Even moderate amounts of alcohol in the evening can have this effect.
Caffeine consumed within six to eight hours of bedtime also cuts into deep sleep by blocking the chemical signals that promote drowsiness. Irregular sleep schedules pose a subtler problem: your circadian rhythm determines when your body is primed for deep sleep (mostly in the first half of the night), and shifting your bedtime around confuses that timing.
How to Get More Deep Sleep
The most reliable lever is consistent physical activity. Aim for about 150 minutes of moderate exercise per week, plus a couple of strength-training sessions. Exercise increases the pressure for deep sleep, particularly when done earlier in the day rather than right before bed.
Temperature matters more than most people realize. Your bedroom should be between 60 and 67 degrees Fahrenheit (15 to 19 Celsius). Your body needs to cool down slightly to enter and maintain deep sleep, and a warm room works against that process.
A few other strategies with evidence behind them:
- Keep a fixed sleep schedule. Going to bed and waking up at the same time every day keeps your circadian rhythm aligned, which helps your body prioritize deep sleep in the first few hours of the night.
- Get morning light exposure. Bright light in the morning halts melatonin production and resets your internal clock, setting up better sleep architecture later that night.
- Darken your room at night. Darkness triggers melatonin release. Blackout curtains and turning off screens help signal your brain that it’s time for sleep.
- Try pink noise. Low-frequency background sound, sometimes called pink noise, has been shown in at least one study to enhance deep sleep. It’s deeper and steadier than white noise, more like a waterfall than TV static.
Your brain will naturally regulate how much deep sleep it needs on any given night. You can’t force more deep sleep through sheer willpower, but you can remove the barriers that prevent your body from getting what it’s already trying to produce.
