Most adults need roughly 60 to 110 minutes of deep sleep per night, which works out to about 10% to 20% of your total sleep time. If you’re sleeping seven to nine hours, hitting somewhere in that range means your body is cycling through sleep stages normally. The exact number varies by person and changes significantly with age.
What the Numbers Actually Look Like
Deep sleep, also called slow-wave sleep, is the third stage of non-REM sleep. It’s the heaviest, hardest-to-wake-from phase, and it happens mostly in the first half of the night. For a healthy adult sleeping about eight hours, 60 to 100 minutes in this stage is a reasonable target. Some sources put the floor a bit lower, around 40 minutes, for people who naturally sleep closer to seven hours.
These numbers aren’t precise prescriptions. There’s no clinical threshold where 58 minutes means you’re unhealthy and 62 minutes means you’re fine. What matters more is whether you’re consistently getting enough total sleep, since your body will naturally allocate time to deep sleep when given the opportunity.
How Deep Sleep Changes With Age
Children and teenagers get the most deep sleep of any age group, which makes sense given how much physical growth and brain development happens during those years. Starting in early adulthood, the amount of deep sleep gradually declines. By middle age, many people are spending less time in slow-wave sleep than they did in their twenties, even if their total sleep time hasn’t changed much.
This decline continues into older age but tends to level off around your 70s. A 65-year-old getting less deep sleep than a 30-year-old isn’t necessarily doing anything wrong. It’s a normal part of how the brain ages. The concern arises when deep sleep drops sharply due to disrupted sleep, untreated sleep disorders, or lifestyle factors rather than gradual aging.
Why Deep Sleep Matters So Much
Deep sleep is when your body does its heaviest repair work. During this stage, the brain triggers a surge in growth hormone, which plays a central role in regulating metabolism, repairing muscle tissue, and maintaining bone density. Growth hormone deficiency has been linked to problems with glucose and fat metabolism, obesity, and impaired muscle recovery. Your body releases this hormone during other sleep stages too, but the release during deep sleep is significant and consistent.
Your brain also runs a kind of self-cleaning cycle during deep sleep. A waste-clearance network called the glymphatic system becomes most active during deep, non-REM sleep. Brain cells slightly shrink during this phase, creating more space for cerebrospinal fluid to flow through and flush out toxic proteins, including beta-amyloid and tau. These are the same proteins that accumulate in the brains of people with Alzheimer’s disease and other neurodegenerative conditions. Think of it as a nightly pressure wash for your brain: skip it too often, and the buildup starts to matter.
What Happens When You Don’t Get Enough
Losing deep sleep doesn’t just leave you groggy. It hits specific mental abilities hard, particularly the ones you rely on for complex thinking. Working memory, the ability to hold and manipulate information in your head, is especially vulnerable. So are planning, flexible problem-solving, and the capacity to filter out distractions and stay focused on what matters.
The effects compound over time in ways that can be hard to notice from the inside. Research on chronic sleep restriction found that limiting sleep to six hours per night for two weeks produced cognitive deficits equivalent to staying awake for an entire night. Dropping to four hours per night for two weeks was as bad as two consecutive nights of zero sleep. One of the more troubling findings is that people in these studies often had poor insight into how impaired they actually were. You may feel like you’re functioning fine on limited sleep while your attention and decision-making are measurably degraded.
What Reduces Your Deep Sleep
Alcohol is one of the most well-documented disruptors. While a drink before bed can make you fall asleep faster, it significantly cuts into slow-wave sleep. Research from the American Academy of Sleep Medicine found that even in people who had stopped drinking for up to two years, deep sleep remained suppressed. Men with a history of long-term alcohol use averaged just 6.6% of their sleep in slow-wave stages, compared to 12% in people without that history. Women fared slightly better at 11.1%, but the reduction was still measurable and specific to deep sleep.
Other common factors that reduce deep sleep include inconsistent sleep schedules, sleeping in warm or noisy environments, caffeine consumed too late in the day, and chronic stress. Sleep disorders like sleep apnea repeatedly pull you out of deeper sleep stages throughout the night, sometimes hundreds of times, without you being aware of it.
How to Get More Deep Sleep
You can’t directly control how much time your brain spends in deep sleep, but you can create the conditions that make it more likely. The single most effective thing is getting enough total sleep. If you’re only in bed for five or six hours, you’re cutting short the sleep cycles where deep sleep naturally occurs.
Keeping a consistent sleep and wake time matters more than most people realize. Your brain anticipates sleep stages based on your circadian rhythm, and irregular schedules disrupt that timing. Physical activity during the day, particularly aerobic exercise, has been shown to increase slow-wave sleep, though exercising too close to bedtime can have the opposite effect. Keeping your bedroom cool, dark, and quiet removes the environmental triggers that keep your brain in lighter sleep stages.
If you’re using a wearable device to track your sleep stages, treat the numbers as rough estimates rather than precise measurements. Consumer trackers use motion and heart rate to infer sleep stages, which is far less accurate than the brain-wave monitoring used in sleep labs. A consistent pattern of very low deep sleep readings over weeks, combined with daytime symptoms like persistent fatigue or difficulty concentrating, is worth paying attention to. A single night showing 35 minutes instead of 60 is not.
