How Much Deep Sleep Should You Get Per Night?

Healthy adults typically spend 10% to 20% of their total sleep time in deep sleep, which works out to roughly 60 to 100 minutes per night if you’re sleeping seven to eight hours. That range is normal, and most people fall somewhere within it without doing anything special. But the amount you get shifts naturally over your lifetime, and several everyday factors can push it higher or lower.

What Counts as Deep Sleep

Deep sleep is the third stage of non-REM sleep, sometimes called slow-wave sleep or N3. It’s the stage where your brain produces large, slow electrical waves and your body drops into its lowest level of arousal. Your heart rate slows, your muscles relax fully, and you become very difficult to wake. If someone does manage to rouse you from deep sleep, you’ll likely feel groggy and disoriented for several minutes.

Your brain doesn’t distribute deep sleep evenly through the night. Your body prioritizes it early, packing most of your deep sleep into the first half of the night, especially the first two sleep cycles. As the night goes on, your sleep cycles shift toward lighter sleep and more REM (dreaming) sleep. This is why cutting your night short by going to bed late but waking at your usual alarm may not reduce your deep sleep as much as you’d expect, but it will eat into your REM time.

How Deep Sleep Changes With Age

Young people spend considerably more time in deep sleep than older adults. Children and teenagers can spend 20% to 25% of the night in slow-wave sleep, which supports the heavy physical and neurological development happening during those years. By middle age, most people are closer to the 10% to 15% range. After 60, deep sleep often shrinks further, sometimes to less than 10% of total sleep time.

This decline is a normal part of aging, not necessarily a sign that something is wrong. That said, a sharp or sudden drop in sleep quality at any age is worth paying attention to, because the biological work happening during deep sleep doesn’t become less important just because your brain produces less of it.

What Your Body Does During Deep Sleep

Deep sleep is far from a state of brain shutdown. Research published in the Proceedings of the National Academy of Sciences found that during slow-wave sleep, neurons cycle through coordinated bursts of activity followed by brief periods of silence, a rhythm called the slow oscillation. This synchronized activity appears to help restore and consolidate neural connections, essentially refreshing circuits the brain used during waking hours.

On the physical side, deep sleep is when your body releases its largest pulse of growth hormone, which drives tissue repair, muscle recovery, and cell regeneration. Your immune system also ramps up protein production that helps fight infection and inflammation. And your brain’s waste-clearance system, which flushes out metabolic byproducts that accumulate during the day, is most active during this stage.

This is why athletes and people recovering from illness or injury often feel noticeably worse when their deep sleep is disrupted. The repair work simply doesn’t happen as efficiently in lighter sleep stages.

What Happens When You Don’t Get Enough

Chronic sleep deficiency, and specifically a lack of restorative deep sleep, creates a cascade of problems that go well beyond feeling tired. Even losing just one to two hours of sleep per night for several nights in a row can impair your cognitive function to the same degree as staying awake for a full 24 to 48 hours. Decision-making, reaction time, memory, and emotional regulation all deteriorate.

The metabolic effects are equally concrete. Sleep deficiency raises levels of ghrelin (the hormone that makes you feel hungry) and lowers leptin (the hormone that signals fullness), which is why poor sleep reliably increases appetite and cravings. It also impairs your body’s response to insulin, pushing blood sugar levels higher and raising long-term diabetes risk.

Your immune system takes a hit too. People who are chronically short on sleep have a harder time fighting off common infections and show a weaker response to vaccines. Over time, ongoing sleep deficiency raises the risk of heart disease, high blood pressure, obesity, and stroke. Research funded by the National Heart, Lung, and Blood Institute found that adults who regularly get seven to eight hours of sleep have measurably lower rates of obesity and high blood pressure compared to those who sleep less.

How to Get More Deep Sleep

You can’t force your brain into deep sleep on command, but you can create conditions that make it more likely to happen and less likely to be disrupted.

Keep your bedroom cool. Room temperature is one of the strongest environmental predictors of deep sleep duration. A field study measuring brain activity during sleep found that slow-wave sleep was negatively correlated with air temperature: the warmer the room, the less deep sleep participants got. The most comfortable temperature for sleep quality in the study was around 25°C (77°F), though many sleep researchers recommend even cooler, in the 18°C to 20°C (65°F to 68°F) range for temperate climates.

Ventilate your room. The same research found that higher carbon dioxide concentrations in the bedroom, a sign of poor ventilation, also reduced deep sleep. Sleeping with a window cracked or a door open can make a meaningful difference, particularly in small or well-sealed rooms.

Exercise regularly, but not too late. Physical activity is one of the most reliable ways to increase slow-wave sleep. Moderate aerobic exercise, like brisk walking, cycling, or swimming, consistently increases both the amount and the depth of deep sleep in studies. Exercising within two to three hours of bedtime can have the opposite effect for some people, because a raised core body temperature makes it harder to transition into the deeper stages.

Limit alcohol and caffeine. Alcohol is particularly deceptive. It may help you fall asleep faster, but it fragments sleep architecture in the second half of the night and significantly reduces deep sleep. Caffeine, even consumed six hours before bed, can cut total deep sleep time by reducing how quickly you reach stage 3.

Keep a consistent schedule. Going to bed and waking up at roughly the same time every day, including weekends, helps your brain optimize the timing of sleep stages. Irregular schedules disrupt the body’s internal clock and can compress the early-night window where most deep sleep occurs.

What Sleep Trackers Can and Can’t Tell You

Consumer wearables like smartwatches and rings estimate deep sleep using movement and heart rate data. These devices are reasonably good at detecting when you’re asleep versus awake, but they’re less accurate at distinguishing between specific sleep stages. Clinical sleep studies use electrodes on the scalp to measure brain waves directly, which is the only reliable way to measure true N3 sleep.

If your tracker says you got 45 minutes of deep sleep one night and 90 the next, the trend over weeks may be informative, but any single night’s reading could easily be off by 20 to 30 minutes. Use the data as a rough guide, not a diagnosis. Night-to-night variation is normal, and obsessing over nightly numbers can itself become a source of anxiety that harms sleep quality.

If you consistently feel unrefreshed after a full night’s sleep, wake up frequently, or notice significant daytime fatigue despite spending enough hours in bed, the issue may not be how much deep sleep you’re getting but whether something is disrupting it, like sleep apnea, restless legs, or environmental factors you haven’t identified yet.
